Last week we had Erin Carson of ECFIT Performance Strength talk with us about strength training programs for endurance athletes seeking to perform at their very best in triathlons, marathons, and cycling events. This week we are steering the conversation to bike strength and mobility programming. If you think we have the magic bullet for developing strength and power on the bike, think again. It takes work, from lots of angles and there is not a straight line to success, ever. How do strength programs, workouts, fueling, physical therapy, bike fit, components, riding apps, threshold assessments and so on factor into your power to weight ratio? Here to help us unpack developing cycling strength and improving power on the bike is an athlete who I believe embodies “grit2greatness” and is an example of the resilience and tenacity it takes to achieve a goal. Yes we all have goals that we are working toward and the journey toward that goal seems long and winding. Part of the reason we close each episode with the call to “enjoy the endurance journey” is because the journey, not necessarily the finish line, is where we realize the most growth. Introduce Laura Hammdorff: Laura Hammdorff is a competitive triathlete with an NCAA swimming and cross fit background. When we started working together last year we discussed her triathlon background and goals. Because we are focusing on developing bike power this week, this will be our theme to tell her story. Without giving too much away, it's my hope that by listening to Laura's journey you will find examples of how her grit and tenacity can give you a template for your journey Discussion Questions to Laura (Rich and April take turns asking questions): Icebreaker - Two Truths and a Lie How would you describe your background in cycling compared to swimming, running and strength training? What was the steepest learning curve with cycling early on? What role did the Triple Bypass play in your development of power and resilience on the bike? How has working with a PT contributed to your development? How have injuries created challenges in your training and racing? Not just overuse, but also previous injuries and limitations? How has bike fit played a role in your performance? How has fueling played a role? How has thinking about the nuances of executing a workout (eg build into power, backloading stress, etc) played into your development? How's your relationship with the FTP? What have you learned about software platforms and their ability to engage and support doing the right training right? . Ask A Coach: What muscle groups to develop for the bike? Setup (Rich): Here are the different phases of a bike pedal stroke and the muscles used during each phase: Downstroke (1 to 5 o'clock): This phase involves the quadriceps and the gluteus maximus. The primary action is knee extension and hip extension. Pullback (5 to 7 o'clock): The hamstrings and the gluteus maximus are engaged. This phase involves knee flexion and hip extension. Upstroke (7 to 11 o'clock): The hip flexors and the anterior tibialis are primarily used. The action here is hip flexion and knee flexion. Over-the-top (11 to 1 o'clock): The quadriceps and the anterior tibialis help to lift the pedal. This phase involves knee extension and hip flexion. Get Gritty Tip: Stop Sleepwalking Through Life Do you ever feel like you're just going through the motions, like life is passing you by in a blur of routine and mental chatter? You're not alone. Scientists in the UK discovered that our brains have a kind of "autopilot" mode—a trance-like state where we zone out, consumed by trivial thoughts. It's like we're sleepwalking through life, and the result? Days, weeks, even years that feel hollow and forgettable. Why does this happen? As we age, we fall into patterns. Experiences that once thrilled us now become automatic routines. Think about it: When was the last time you truly experienced something *new*? Remember how slowly time seemed to move as a kid? That wasn't just your imagination. Back then, everything was fresh. Every hour was an adventure, and your brain had to focus on learning, adapting, and figuring out how to respond. Psychologist William James explained this beautifully in *The Principles of Psychology* over a century ago. He wrote about how, in youth, life feels vivid and stretched out, like an intricate journey. But as adults, our lives tend to shrink into the predictable. Here's the good news: you *can* break out of this autopilot mode. The key? Newness. Novel experiences force us into the present moment. They snap us out of our mental trance because we can't predict what's coming next or how to respond. And you don't need to meditate on a mountaintop to find this mindfulness. Learning something new—a skill, a hobby, even a sport—engages both your mind and body, pulling you fully into the moment. The journey toward mastery isn't just about achievement. It's about the fulfillment that comes from being completely engaged in the *process.* Think of your life as a scrapbook. When you look back on it, what will you see? Is it full of rich, meaningful experiences that make time slow down? Or is it a blur of sameness? If the latter, it's time to wake up. Start saying yes to novelty. Break free from your routine. Add new skills, adventures, and memories to your life's scrapbook. Today's Fun Segment: Transition Troubles (Winter Triathlete Edition) Concept: Players navigate a series of humorous and absurd challenges they might encounter during a triathlon transition. You describe a scenario, and they have to choose how they'd handle it. The Shoe Switcheroo: You reach T2 and realize your running shoes are missing, but there's a pair of Yeti slippers sitting in your spot. Do you: a) Wear the slippers and hope for the best. b) Run in your bike shoes. c) “Borrow” a random pair of shoes from someone else's transition area. The Snack Attack: Your nutrition bag was replaced with a box of donuts. Do you: a) Eat the donuts and enjoy the sugar rush. b) Offer them to other athletes as a goodwill gesture / barter. c) Ignore the donuts and power through without your planned nutrition. Helmet Havoc: You find your helmet filled with shaving cream. Do you: a) Scoop it out with your hand and put it on anyway. b) Run back to the start to see if someone will lend you a helmet. c) Smear the shaving cream on your face like war paint and declare yourself ready for victory! Ski Struggles: You're ready to start the ski leg, but you see that someone has put peanut butter on the underside of your skis. Do you: a) Attempt to ski anyway and hope the pb melts off. b) Lick the peanut off (protein boost, right?) c) Use it as ski wax, and convince others that it's a secret performance hack. Let's start by getting on the same page about what we mean when we talk about boundaries. No, we're not talking about fences or “Do Not Enter” signs—although sometimes those might feel necessary! Boundaries, in this context, are the invisible lines we draw to define what's okay and not okay for us. They're like the personal rules of engagement for how we let others interact with our time, energy, and emotions. Think about it: we all have a limited amount of energy each day. It's like a rechargeable battery, but unlike your phone, there's no power bank to save you when you're at 1%. So, when you're constantly saying yes—whether it's agreeing to bake 200 cookies for the school fundraiser, staying late at work for the fifth time this week, or playing therapist to your overly dramatic friend—you're draining that battery. And let's be real, once it's gone, it's gone. That's why boundaries are so important—they help us protect and prioritize our energy. But here's the tricky part: why is it so hard to say no? For many of us, it's because we don't want to disappoint others. We crave approval, we want to be liked, and sometimes we just want to avoid the awkwardness of conflict. So we end up overcommitting, stretching ourselves too thin, and feeling resentful—or worse, burnt out. Let's flip the script. Saying no doesn't make you selfish; it makes you smart. Think of boundaries as your personalized life GPS, directing you toward the things that matter most and steering you away from unnecessary detours. They help you stay focused, reduce stress, and create stronger, more respectful relationships. And here's a bonus: setting boundaries can actually improve your relationships. How? Because people know where they stand with you, and that clarity builds trust. When you say yes, they'll know you genuinely mean it, and that makes your commitment even more valuable. So, let's embrace this idea of boundaries not as barriers but as bridges to a more intentional, energized life. After a traumatic birth experience, including an unplanned c-section, Cat Gieser struggled both physically and mentally after the birth of her first child. She found a lack of support for maternal wellness and when she confided in her OBGYN about her postpartum struggles she was simply dismissed and offered drugs without any thought to what else could be done. After her experience, Cat knew she wanted to help moms in her same situation. "It's a dark feeling and you shouldn't have to do it alone." Cat Gieser is a pre and postpartum movement specialist and the founder of Mama Flow Studio - a virtual yoga and sculpt studio for postpartum moms. The studio is known as the "anti-bounce back" studio, encouraging moms to move with strength and nourishment instead of the pressure to bounce back. Cat is now a mother of two and is based in the San Francisco Bay Area. I spoke with Cat about the lack of knowledge surrounding women's specific health issues and bodies. And how tabloids and social media are big promoters of the idea that women need to "bounce back" after a pregnancy. Cat's goal as a health professional is to support moms and women in a way that helps release that expectation and pressure, and allows them to focus on life and just feel good every day. There is so much that is required as a new mom, and by following Cat's 3 pillars for postpartum recovery, you can learn to listen to your body and do so in a healthy way. Explore Your Enthusiasm, with Tara Swiger | Craft | Art | Business
How can you plan for your business when everything in your life is uncertain? When you’re not sure where you’ll be next week or next month? You may be great at planning normal life, but what about when there’s a family illness, a new baby, a new job, a big move, a divorce, or just the uncertainty of life? Let’s talk through how to ride these waves of uncertainty. As you know, I’m in a really uncertain season of my life as a foster parent. Heck, as you listen to this, my whole family may have changed shape (again!). How can you plan for just running your business or growing your business when everything is so uncertain? Week to Week Here are my suggestions: Make a list of what is the core function of your business and what has to be done to make sales. Ruthlessly cut everything else. Remind yourself that this is just for now. For this season. Things will change, you’ll have more certainty and then you can add back in all the not-mission-critical-top-priority stuff. Each week, look at what’s ahead on your calendar and what you need to do this week on top of the usual, and find the time in your week. Go on and schedule the chunks of time for work, in whatever system works for you. Something flexible, like Google calendar or post-its on your paper planner. Even if you never wrote down work times in your schedule before, now is the time to do it, because you want to first identify those times when you can work (your freaked-out brain will tell you that you NEVER have time) and then not MISS them. You always want to make sure you’ve got enough time and if you truly don’t, you get to recognize that now, when you’re planning, so you can adjust your expectations. Change your mindset to value flexibility. Your past focus may have been productivity, so this may be an adjustment. If you’re in a time of uncertainty, something may come up and you’ll need to move the work you had planned. You’re going to be productive if you can be flexible and if you’re not all or nothing about your work times. (This has been a real struggle for me.) Work when you can, manage expectations, and give yourself credit for getting ANYTHING done. You’ll notice that this comes down to two skills you have to practice: flexibility and managing expectations. You’ll need to let go of what Past You got done. Embrace the constraints on New You and celebrate what she’s able to do, even in the midst of all this uncertainty. And lemme tell you, that, for me, was the hardest part. Not comparing Mom Tara with what Past Tara could do. Not just because Past Tara had more time, but because Mom Tara had a lot more on her mind and had a hard time focusing. Long Term Planning Now, what about planning long term projects, like applying to craft shows or traveling to events? This is definitely something I’ve struggled a LOT with. Should I plan that trip if I may not be able to go? I skipped out on a trip to Europe, which was paid for except my flight, because I thought we’d have a kid in our home. Well, we did not have a kid in our home and I was in the middle of mourning the loss of our first placement. Should I have planned it anyhow? I’m not sure. I still don’t know if I made the right decision or not, but I’ve decided to just let it go. Should you apply to that craft show if you may have to stay home? The truth is, I can’t tell you what you should do. You need to make your own decision based on your own comfort with risk, canceling and regret. Take into account: How comfortable you are with having to cancel. How upset you’ll be if it ends up you could have done this event and then didn’t do it. The fact is, you may need to adjust how comfortable you are with cancelling. For years, I have followed through on every webinar plan I made. If I said I was going live next Wednesday, I’d do it. But the changing foster placements meant that I either had to NEVER plan another webinar, OR I had to just accept that I would plan things and not follow through. Since a free webinar getting cancelled doesn’t hurt anyone, I’m fine with that. But I won’t be selling anything I can’t follow through on, because I’m not going to cancel what you paid for (although I have had to reschedule some things!). So you have to think through this for yourself. Are you OK with applying to a craft show you need to cancel on? Will you be more upset if you don’t apply but it ends up you could have gone? Yoshee gives us a hilarious Dad Tip of the Week
I met Kristen Dingman now lives northeast of Seattle in the small town of Arlington, WA. I met Kristen back in the mid-90s when we opened CompUSA store 667 in Boise, ID. She had the unenviable task of keeping the front-end employees in line. Eventually our careers moved on, we lost touch, we reconnected on Facebook as you eventually do with all sorts of former colleagues. Then last summer, I had my stroke. And Kristen reached out to me to offer her support because she had had her own stroke the year before. And while our strokes are different, as all strokes are, there is a lot in common in our stories. Kristen's story is one of sleep apnea, high blood pressure, smoking cessation, anxiety, PTSD, a supportive husband (David), and a family that knows when to insist on medical assistance. One thing that we touch on here which does not get talked about enough is that the FAST signs of stroke (face, arms, speech, and time to call 911) indicate that someone is having a stroke, but the lack of these signs does not mean someone isn't having a stroke. Kristen's stroke did not have these classic signs. It was characterized by intense headache, disorientation, inability to concentrate, vision field cuts, and a spiking blood pressure. Sleep Apnea Sleep Apnea is a condition where folks stop breathing throughout the night. After my stroke, I was sent for a sleep study where they attached all sorts of electrodes to my head and watched while I slept over night. Sleep apnea is diagnosed if you stop breathing 5 times an hour. It's severe at 30 times an hour. My score? 59 times an hour. That means every minute of the night I stopped breathing and my brain woke up a bit to start breathing again. I've likely been sleep deprived for decades. Kristen's score was even more severe. Today, I sleep with a CPAP machine. Basically, a silicon hose wraps around my face under my nose and attaches to a hose on my head. It blows air directly into my nose to keep my airway open while I sleep. I get much more restful sleep now and don't wake up nearly as groggy as I used to. And I don't snore anymore. That means my girlfriend sleeps better, too. Untreated sleep apnea leads to stroke, high blood pressure, obesity, diabetes, and general exhaustion. And many of those conditions also lead to stroke. It's a big deal and getting it dealt with can change multiple people's lives. Hack of the Week Here are 5 tips to adapting to your first CPAP/BiPAP machine: If you take the mask off while sleeping, put it back on as soon as you realize it's off. Use it while you're awake to help your body get used to it. Put socks on your hands to make it harder to take off while you sleep. Put medical tape on the mask to adhere it to your face so you can't take it off in your sleep. If it's not working, talk to your doctor about a different style of mask. Either way, you’ll learn a lot from this episode. Being accountable goes a long way. Not only that you were able to do what is asked of you, but you also learn good habits and earn positive feedbacks. You earn trust, integrity, respect, and reliability from the individual involved. Learn how to say yes or no to a certain favor or commitment! Sometimes, we mistakenly agree on stuff that is beyond our capability and schedules. Be mindful of people around you. May it be with a co-worker, a church mate, a friend, or a family member… remember to be accountable with you say you’re going to do! According to Wikipedia: "Quinine was added to a drink to protect against malaria. It was originally intended for consumption in tropical areas of South Asia and Africa, where the disease is endemic. "Quinine powder was so bitter that British officials stationed in early 19th Century India and other tropical posts began mixing the powder with soda and sugar, and a basic tonic water was created. The first commercial tonic water was produced in 1858.[1] The mixed drink gin and tonic also originated in British colonial India, when the British population would mix their medicinal quinine tonic with gin." Many bars are making there own Tonic syrups, which are then mixed with seltzer to make Tonic water. Brands like El Guapo Bitters also sell great bottled Tonic syrup. There are many possiblities for a G&T. I love a healthy dash of fresh lime juice in my G&T. You can add some of Chet's Kuma Turmeric Liqueur, or some El Guapo Rose Cordial, (which is up for a 2018 Good Food Award btw). Way back in show #105 we spoke with Elizabeth Schneider of the Wine For Normal People podcast. Wine 123 packs a lot of knowledge into a small package that is very easy to digest. Of course Monika Elling’s Wine 123: All you need to know about wine in 90 minutes or less is our Book of the Week. It’s a perfect crash course on wine. For our cocktail of the week I suppose we could have come up with something obscure, but Sangria makes people so happy. Searching for a way to make it à La Minute, I found the answer on Jeffrey Morgenthaler’s site. He uses Red Wine, Grand Marnier, Fresh Orange Juice, Simple Syrup and a dash of Angostura bitters. Brilliant! It’s delicious and a real crowd pleaser. I’ll let you experiment with the proportions for making one glass. Suffice to say, a little bit of each modifier goes a long way - the drink should be mostly wine in the end. Mix it all in a big wine glass, and an orange, lemon and lime wedge and then add ice at the end. This same recipe works with white wine, for a nice White Sangria. After each week of NFL football games for the 2017-2018 season, the Heads 'N Tales podcast will be posting an episode dedicated to injuries and health & safety topics surrounding the NFL. Specifically we will talk about possible prevention strategies, the rulebook, equipment and other injury buzz around the league. Josh was a division-1 center fielder for Monmouth University and experienced his fair share of injuries throughout his career. Athletes need to learn how to take a hit as well as give one. First 2 things you learn in jiu-jitsu, how to fall properly, and to tap. Allan I’m trying to look at this as unbiased as I can. Jim Meehan provides the foreword and each recipe is preceded by its history. The book is an accessible guide to both professional bartenders and cocktail enthusiasts featuring over 200 cocktail recipes written in a fun and engaging manner and is a great reference guide to have on hand. Paul’s a good guy – we’ve got to get him on the show one of these days. Featured in the book is the classic cocktail the Blood and Sand, and that will be our Cocktail of the Week. The recipe for the Blood & Sand first appeared in print in Harry Craddock’s 1930 The Savoy Cocktail Book. This is an equal parts cocktail: .75 oz Single Malt Scotch Whisky .75 oz Sweet vermouth .75 oz Cherry Heering .75 oz Orange juice Put all the ingredients in your shaker and fill with ice. Shake, and double strain into a chilled coupe glass. Garnish with an orange peel. Very nice cocktail indeed. There are however another set of people that you should work just as hard to engage with that aren’t leads, they are Thought LEADers. You are highly unlikely to do business with these people but they could be the key to unlocking the most difficult Leads. Building relationships with thought leaders can pay off big time. Your Leads will see you as more credible, you will have your finger on the pulse regarding topics that are important to your Leads and this will also help you write better, more relevant content. If you do this really well, you might even find that your Leads are chasing you rather than the other way around! Three Critical Questions If you are in a sales role or you are hoping to win new customers on LinkedIn then can you answer the following questions; What business subjects are important to your Leads? Who are the thought leaders in these subjects? Where do these thought leaders actively post and engage online? You can answer these questions by conducting the Six Steps outlined in my published post.
Cachaça is the national sprit of Brazil and is sometimes called Rum’s Older Cousin. It is distilled from Sugar Cane Juice and is one of the most consumed distilled spirits in the world. The Caipirinha cocktail is a delicious drink, is quite easy to make and is quite impressive to serve to your guests. Novo Fogo makes many different expressions of Cachaça. Novo Fogo produces Cachaça that is certified organic, and they describe their distillery as “zero-waste” facility. This system promises zero waste. We talk to Greg about a lot of issues regarding draft beer. They also make the Frost Rail. The frost rail is a frozen rail built into the bar surface, which the guest sits their drink on and it keeps it cold!· We also speak with Vanessa from Bevinco - a company that has a system for liquor inventory for bars & restaurants that is very fast and accurate. We’ll learn a lot about doing inventory, (which is such a dreadful task!) · Book of the Week: Cuban Cocktails 100 Classic and Modern Drinks. This is a great book from the Manhattan bar Cienfuegos. There are classic cocktails from Cuba, plus lots of modern original recipes. Some take aways from the discussion: -There is limited number of U.S. professors (six) who work in school leadership who focus on technology and forward thinking education. Our education leadership programs are not preparing our administrators to lead schools towards School 2.0. -There are education leadership grad school standards that don't include much on managing change in education. -Higher education is just so slow to change, to bring about programmatic change. -Barriers: So many items on the plates of our administrators that it is overwhelming to ask them to set up learning communities and support learning 2.0 initiatives. -Administrators don't have to know all the ICL tools but need to know how to support the curriculum development that supports learning 2.0.
