Wondering how to fine-tune your nutrition for peak endurance performance? I've got you covered. Today, I'll be sharing my top 10 "superfoods" that every endurance athlete should consider incorporating into their diet. I'm not talking about the typical marketing gimmick superfoods; I'm talking about nutrient-dense foods that genuinely enhance performance and overall health. Berries are rich in antioxidants, in particular flavonoids, that help combat inflammation and oxidative stress from workouts. They're also a great option for a low-carb, low-calorie snack that satisfies your sweet tooth. Berries are best when they're fresh, locally grown, and in season, but frozen berries can provide a good variety all year round! Eggs are an excellent source of high-quality protein and contain the amino acid leucine, which promotes muscle protein synthesis. They are also nutrient-dense, providing B vitamins, choline, selenium, vitamin A, iron, and phosphorus. Remember to eat the whole egg, not just the whites, as the yolks contain most of the nutrients. Quinoa is a protein-rich grain, packed with fibre and essential amino acids. It's a great choice plant-based source of protein for vegetarian or vegan athletes. It's also particularly beneficial for anyone balancing their carbohydrate and protein intake. Legumes are nutrient powerhouses rich in protein and fibre. They are great for gut health and help in muscle repair and recovery. They can be added to salads, casseroles, and even spaghetti but, add them to your diet slowly to avoid gastrointestinal discomfort. Nuts and Seeds offer a great mix of protein and healthy fats. Each type offers different benefits so try and include a variety in your diet. While they are calorie-dense, studies have shown we absorb fewer calories from nuts than previously believed, so don't hold back! Mushrooms are an excellent source of B vitamins, antioxidants, and essential minerals. They're also one of the few foods that can provide vitamin D, which they generate when exposed to UV light. Mushrooms offer so many benefits that I'm thinking of giving them their own episode in the future. In the meantime, make sure you add them to your diet wherever possible. Beetroots are known for their high nitrate content, which enhances blood flow and oxygen delivery to muscles. While you'd need to eat a lot to see significant performance benefits, adding beetroots into your diet will support your overall cardiovascular health. Extra Virgin Olive Oil is a great source of monosaturated fat, which we rarely get enough of. It also contains bioactive molecules that help reduce oxidative stress and inflammation. Recent studies even suggest that its anti-inflammatory properties can rival those of ibuprofen. Deep-Sea Fatty Fish, like salmon, tuna, and mackerel, are rich in omega-3 fatty acids, essential for cardiovascular health, joint health, and overall brain function. Most people eat fish occasionally, but not enough to receive the full benefits. Aim to include these in your diet two to three times a week. Green Leafy Vegetables are nutrient-dense, rich in vitamins A, C, K, E, and essential minerals. These versatile vegetables are great for protecting against disease and promoting overall health. So, don't just stick to spinach and kale; there are so many options here and eating a variety will bring maximum benefits! Remember, nutrition is about variety and balance. No single food item will make you a better athlete overnight, but incorporating a diverse range of these nutrient-dense foods into your diet will set you up for long-term health and optimal performance in your triathlon training. It is the very essence of summertime in Cornwall via The Levant.Serves 22 mackerel, filleted 2 tbsp olive oil to fry and 3 -4 tbsp olive oil for the dressing50g bulgar wheat, soaked in boiling water for 15 mins then drained 1 cucumber, diced small4 spring onions1/2 - 1 green or red chilli, finely diced 1/2 red onion, finely diced Around 20 cherry tomatoes, diced small 1 clove garlic, finely grated Big bunch of mintBig bunch of pulses Fruit, any or all, I'm using in season 3 ripe apricots, diced small 1 lemon, 1/2 juiced, 1/2 cut into quarters to serve1 - 2 tbsp pomegranate molasses 1/2 - 1 tsp dijon mustard (Gavin's inclusion)Pinch of ground cuminPinch of ground cinnamon Beetroots, roasted with salt in tin foil until soft, chopped into quarters Seasoned yoghurt, to serveMethod;Make the tabbouleh first. Get all the salad ingredients in a bowl and make the dressing by mixing together the mustard, pomegranate, lemon juice, garlic and olive oil and season well with salt and pepper. Dress the tabbouleh and let it sit for at least 10 minutes before serving. Get a good pan hot over a moderate - hot heat. Add 2 tbsp of olive oil and heat until just shimmering. Add the mackerel fillets skin side down, giving them a gentle press to stop them curling up. Cook for around 2 - 3 minutes then flip and cook 30 secs to 1 minute on other side (depending on thickness of fillets). Serve the fried mackerel with the tabbouleh, roasted beets and seasoned yogurt. I wanted to record this episode to clear up any confusion with regards to fat loss and weight loss (the number on the scales). As these are two very different things demonstrated by the episode photo. On the right taken on the day this was recorded and the other several years back. Would it surprise you if I said I weighed the same in both pictures? Remember fat and muscle weigh the same but muscle takes up less room. Hence the ability to alter your physique. Strong is definitely the new skinny, so steer clear of those scales or better still hide or ditch them and maybe think about your goals and how you can achieve a healthy balance on your transformation journey. So here are 12 helpful reasons as to why you're not seeing the right number on the scales and what you should focus on instead. Hydration We are made up of around 60% water and this decreases as you get older or if you gain more fat. So it's important to stay hydrated. However drinking fizzy water or diet soda drinks can cause gas and bloating! Carbs Are the main fuel source for your body and brain which are converted into glucose and stored as glucogen in your liver and muscles. Did you know that glycogen molecules hold a fair amount of water - 1 gram of glycogen holds just under 3 grams of water (2.7g) If you are eating more carbs than your body is utilising, you muscles will look fuller. Water is stored inside the muscle cells Intracellular (potassium based) (inside the cells) holds 2/3rds of the water Extracellular (sodium based) holds 1/3rd With 75% of this held in the interstitial space, means only 8% of total body water is held in the plasma (not the same as blood) Regulated by sodium potassium ATPASE enzyme. Sodium Eating a meal high in salt will cause your body to retain water. If you are regularly consuming high salt foods in excess of what your body needs, this can contribute to weight gain. Aim to keep potassium and magnesium rich foods in your diet to minimise the bloat Potassium rich examples - Such as Sweet Potatoes, Spinach, Beetroots, Bananas and Oranges Magnesium rich examples - Whole Grains, Nuts, Avocados, legumes, Seeds, Tofu, Dark Chocolate Post Workout weight gain Weight bearing exercises that put extra stress on the muscles can cause short term inflammation causing temporary water weight retention Menstrual Cycle /Time of the Month Common to feel bloated and with the added hormonal cravings to eat more…this is not the time to jump on the scales Therefore if using be sure to measure week 1 to week to week 1, week 2 to week 2 etc Sleep Lack of sleep can increase your hormone gherkin (released in your stomach) telling your brain you are hungry Being sleep deprived then means you have less leptin (released by fat cells) telling your brain that you are full This can lead to eating foods higher in sugar and fat and most likely calories. You've gained Muscle Muscle weighs the same as fat ut just takes up less room. So you could have a complete body transformation and only lose a few pounds in the process as your body now has more lean muscle and less fat on board. Muscles are 75% water in comparison to fat at just 10% How to define the process without using the scales Clothes - are they fitting better? Photos- A camera never lies! Resting Heart Rate. Companion planting put simply is growing plants together that have a beneficial relationship with one another. And why is it awesome? Because we are working with mother nature rather than spraying chemicals all over her. When we work collaboratively for the mutual benefit of all the outcomes are always bigger, better and far more productive than we could have ever achieved alone. The same principles apply in the garden. When we work collaboratively with our environment we can see many benefits that go beyond what we see. A handful of benefits of working with the environment through compassion planting are Attracting pollinators Attracting pest predators Deterring pests Masking scent of primary plants to put off potential pests Attracting pests away from the primary plant Adding nutrients into the soil Retaining moisture Aerating soil Providing windbreaks Shade In permaculture and organic gardens, companion planting is one of the biggest ways to manage pests and disease. ‘Formal' style growing systems which have rows or blocks of the same plant growing together can make for a really hard time backyard gardener. When you first think about it, it might make sense to grow all the same thing together. You can maintain them in the same space and harvest them together. However, this method has many drawbacks. Growing same with same is like holding a sign up and announcing to the pest world - come and get it! Also, the same plants all use the same nutrients, require the same amount of sun or shade and the same levels of moisture. They are all competing with each other for the same things. When you interplant your vegetable garden with several different types of plants that all work together you are allowing mother nature to do what she does best. I want to go through some examples to explain what I am talking about. Attracting pollinators Planting plants that attract pollinators like bees, butterflies, flies, bats and birds are a great way to ensure crops that rely on insect pollination have the best chance of being pollinated. Planting borage, rosemary and sunflowers near your gourd crops (melons, squash, pumpkin, zucchini) will help attract more bees that will visit male and female flowers helping pollination. Attracting pest predators Planting coriander, dill or parsley will help attract ladybugs into your garden. Ladybugs love to feast on aphids, scale and mites. Plant these herbs with your bean crops. Deterring pests Marigolds are well known to deter whitefly from tomatoes. I have observed that more is best with marigolds and tomatoes. Plant at least 2 marigolds per tomato plant and it's best to have them as close to the tomato as possible while still allowing enough not to crowd it. Masking scent of primary plants Planting mint, sage and onions with or around the perimeter of carrots can be very effective against carrot root fly. Female flies can smell bruised carrots and leaves from many kms away. So activities like thinning out and weeding can give away their location. By planting plants that mask this odour, it can confuse the fly and she may not make it into the patch to lay her eggs. Attracting pests away from the primary plant Nasturtium is a great plant to act as a sacrificial offering to aphids. It attracts aphids away from your main food plants and also attracts ladybugs which love a good aphid feast. Plant nasturtiums all through the garden, they grow well with anything and will attract bees and butterflies too. Adding nutrients If you've been gardening for a little while you may already know that legumes are nitrogen-fixing plants. This means they convert the nitrogen in the atmosphere into usable nitrogen in the soil that their neighbouring plants can take up and use. Planting legumes with nitrogen hungry plants is a great way to go. Plant climbing beans with corn, dwarf beans with brassicas like broccoli, cabbage and cauliflower. Beetroots will also benefit from dwarf beans too, but avoid climbing beans as they may shade out the sun-loving beets. Retaining moisture Living mulch which are ground cover plants grown amongst your vegetables will significantly reduce moisture loss through covering bare soil. Nasturtiums, thyme, oregano and creeping saltbush are great choices. Another way to help your garden retain moisture is to plant deep-rooted plants that will help to bring moisture from deeper soil to the shallows. Plants like pigeon pea are great because they are also a legume. Comfrey, dandelion and borage are all brilliant garden partners. Aerating soil The more organic matter in your soil the higher the change of the soil having aeration. When you have bare patches this can lead to compaction, especially if you get people or animal traffic over the area. Your plants need air pockets within the soil to allow moisture, worms, roots and microbes to pass through. The more roots moving through your soil the less compaction is likely. Providing windbreaks Some plants can take a battering from wind and others are more sensitive. Designing your garden with the wind in mind will keep your more susceptible plants protected. Know the direction of where your prevailing wind comes from and plan ahead. Use hardy hedging such as Lilly pilly, feijoa, blueberries and rosemary can help slow winds down for tomatoes or tender leafy greens. Shade Not all vegetables love full sun all day, especially in the warmer summer months. Using sun lovers to provide some shade for the more tender plants is a great way to protect them. Plant corn on the south-west* side of lettuce to provide protection from the harsh afternoon sun. (for the southern hemisphere*). Companion planting won't ever be 100% effective and you wouldn't want it to be. We need all the things we term ‘bad bugs' in our garden. They are all part of the ecosystem and there is a balance that needs to be maintained. Observe your garden and see what looks good and what is having a bit of a hard time. Notice the insects and bugs and become aware of how you could use companion planting to help your garden thrive.
