Llevo levantando pesas hace ya más de 10 años y hay cosas que me hubiera gustado mucho aprender antes de lo que las aprendí y hoy te las voy a contar para que tu puedas mejorar mucho tus entrenamientos y puedas tener muchos más resultados y mucho antes de lo que los tuve yo. No hay ejercicios obligatorios ni «básicos» Para empezar, lo primero que me costó aprender es que no hay ejercicios secretos ni obligatorios. Yo he conocido a mucha gente bastante fuerte, me he formado con muchos también y cuando ves sus entrenamientos son entrenamientos estúpidamente simples que tienen los mismos ejercicios que me ponía el monitor de gimnasio el primer día que empecé yo a entrenar. Es decir, que alguien esté mucho más fuerte que tú, no significa que haga algo que no estás haciendo tú. Probablemente se deba al esfuerzo y la intensidad que pone esa persona y que tú no pones y a la genética que puede que tenga esa persona y que tú no tienes. Pero esto es sota caballo y rey. Y los ejercicios son los mismos para todos. Y esto es curioso porque yo probablemente fui el primero en España que empezó a hablar del tema de la biomecánica en el entrenamiento de fuerza, explicando cómo algunos ejercicios que son los más usados quizás no sean los mejores y esto es cierto, porque los 4 principios del entrenamiento de fuerza que ya los expliqué en otro episodio anterior, y si no lo has visto revísalo, pero especialmente 2 de esos principios eran eficiencia y seguridad. Porque a igualdad de eficiencia hacer un ejercicio menos seguro no tenía mucho sentido. Y aquí es donde puedes jugar con el uso de diferentes ejercicios, si tienes una máquina de pecho convergente en tu gimnasio, pues usa esa máquina porque tú la tienes. Pero no significa que el que no la tenga no pueda entrenar el pecho, porque ese podrá hacer un press con mancuernas. Pero tampoco significa que el que tenga un pecho muy musculado haciendo toda su vida press de pecho con mancuernas, diga que una máquina de press convergente es inútil porque él nunca la ha hecho y ha conseguido tener un pecho muy fuerte usando solo mancuernas. Y no significa ni que la máquina de press convergente sea inútil, ni que esa máquina sea el secreto. Significa lo que digo siempre y es que el equipamiento de un gimnasio son herramientas, y habrá gente que tenga más herramientas disponibles y gente que tendrá menos. Pero no hay ningún ejercicio que sea obligatorio. Y esto va para los dos lados. Tanto para el entrenador old school que dice que esto de la biomecánica y las máquinas nuevas de los gimnasios y demás son gilipolleces, como también para el ultraoptimizador que intenta hacer el ejercicio super eficiente. Porque recuerda que los principios del entrenamiento eran 4: Eficiencia, seguridad, progresión y constancia. Y he visto auténticas barbaridades de chavales intentando perfeccionar la eficiencia pero haciendo el ejercicio mucho más inseguro, menos progresivo y cuestionablemente menos constante porque para hacer el ejercicio necesitas 2 bancos 3 gomas elásticas, una polea, dos muñequeras y sangre de una virgen. Y eso probablemente no lo pueda hacer casi nadie en su gimnasio y casi seguro que tú tampoco. Así que no os obsesioneis con los ejercicios mágicos porque no hay. Al final, el entrenamiento de musculación no es otra cosa que conocer la función que hace ese músculo y poner resistencia a esa función para que el músculo tenga que vencer esa resistencia. Por eso me gusta más llamarlo entrenamiento de musculación en lugar de entrenamiento de fuerza, porque creo que es un término más apropiado para lo que se busca en esta actividad que es que el músculo venza la resistencia que le dificulta hacer su función. Las repeticiones NO IMPORTAN Segunda cosa que he aprendido es que el rango de repeticiones no es demasiado relevante. Por supuesto, hacer menos repeticiones para ganar volumen y más repeticiones para perder grasa es un mito que espero que ya esté muerto y enterrado y si no lo está pues aprovecho ahora para que quien no lo sepa lo tenga claro: Las repeticiones no sirven ni para ganar músculo ni para perder grasa. Las repeticiones sirven para escoger una carga apropiada. Porque en función de las repeticiones que tengas que hacer usarás una carga u otra. No es lo mismo hacer un ejercicio a 5 repeticiones, que hacerlo a 20 repeticiones. Y las repeticiones las dicta tu programa de entrenamiento. Por eso digo siempre que todo el mundo debería tener un programa de entrenamiento, y si no tienes uno puedes empezar con el programa lanzadera que es con el que empiezan todos mis alumnos. Y aunque no es algo importante, a mi me gusta aplicar un concepto que aprendí de Juan Carlos Santana en sus libros antiguos de programación de entrenamiento que era surfear la curva. Este concepto viene de la curva de fuerza-velocidad donde si tengo que hacer menos repeticiones y por tanto tengo que usar más peso, si hay más fuerza, la velocidad es menor. Y si tengo que hacer más repeticiones y por tanto uso menos peso, hay menos fuerza y la velocidad es mayor. Entonces surfear la curva significa que en los programas de entrenamiento que hagas, debes tener espacio para hacer menos repeticiones y por tanto menos velocidad y hacer más repeticiones y por tanto más velocidad. Por eso en la academia a lo largo del año y en los diferentes programas de entrenamiento trabajamos con diferentes rangos de repeticiones, pero no porque ninguno sea mágico, probablemente podrías quedarte con un rango de repeticiones estándar como de 8-15 repeticiones y estar toda la vida haciendo ejercicios en ese rango y obtendrías los mismos resultados. Pero variar rangos de repeticiones te da primero variedad, y hace que el entrenamiento sea más ameno sin ser menos efectivo y también te da la posibilidad de hacer el mismo ejercicio pero usando diferentes pesos en función de las repeticiones que tengas que hacer y eso te permite progresar en diferentes rangos de repeticiones, incluso hacer más repeticiones te permite potenciar más el trabajo cardiovascular etc. Así que, en mi sistema de trabajo yo utilizo diferentes rangos de repeticiones y uso programas de entrenamiento con diferentes rangos de repeticiones, pero no es porque unos sirvan y otros no. Es decir, la pregunta de ¿Cuántas repeticiones tengo que hacer para ganar músculo? Solo se puede contestar con: Las que diga tu programa. Y aquí vuelvo a reivindicar la importancia de tener un programa de entrenamiento, porque por definición una rutina de entrenamiento debe estar basada en lo que hiciste ayer y en lo que vayas a hacer mañana. Y eso es lo que forma un programa de entrenamiento. Y al mismo tiempo, un programa de entrenamiento debe contemplar lo que hiciste en el programa de entrenamiento anterior y lo que vayas a hacer en el siguiente programa de entrenamiento. Eso es una programación y probablemente casi nadie se preocupe de estas cosas, pero como en cualquier deporte, tú tienes un calendario donde dice qué es lo que tienes que hacer en cada momento del año. Lo que un futbolista hace en marzo no es lo mismo que lo que hace en septiembre. Pues yo siempre me ha gustado tratar el entrenamiento de musculación como si fuera un deporte más. Y para ello yo trabajo con diferentes programas que se van construyendo sobre el anterior. Loas aspectos cualitativos son igual (o más) importantes que los cuantitativos Lo tercero que he aprendido es que los aspectos cualitativos son igual o más importantes que los cuantitativos, especialmente conforme más avanzas en el gimnasio. Esto es algo que aprendí de mi mentor Scott Abel que es el círculo del entrenamiento, y es básicamente que si tú dibujas un círculo y te pones a avanzar como si fuera un reloj desde las 12 hasta las 6, esa primera mitad del círculo son tus primeros años entrenando y son muy cuantitativos, porque ahí es donde se construye tu capacidad de trabajo y por eso puedes hacer más series, hacer más repeticiones, usar más peso. Y todo esto es medible. Si antes hacia 2 series ahora puedo hacer 3, si antes con un mismo peso hacía 8 repeticiones ahora con ese peso hago 10. Si antes hacía 10 repeticiones con un peso ahora puedo hacer con ese peso 15 repeticiones. Es todo muy fácil de ver. Pero a partir de las 6 en punto en adelante, el progreso se vuelve más cualitativo y menos cuantitativo, y aquí es donde ya no es viable hacer más y más series, incluso usar más peso es muy complicado y tienes que confiar en factores menos medibles, como esa proximidad al fallo muscular, la técnica del ejercicio etc. El descanso forma parte del entrenamiento Lo cuarto que he aprendido es que el descanso forma parte de la programación del entrenamiento. Esto lo he dicho muchas veces pero dedicar semanas de descanso total donde no entrenes, es muy útil tanto a nivel ortopédico porque dejas que el cuerpo se recupere y se regenere sin estar constantemente metiéndole peso y peso y peso, pero también a nivel mental es muy bueno desconectar. Yo lo aprendí desde el principio afortunadamente porque el gimnasio donde yo iba, todas las navidades cerraba 7-10 días y en agosto cerraba 15 días. Cosa que ahora es impensable porque las cadenas de gimnasio te abren los 7 días de la semana 365 días al año. Y esto aún siendo algo bueno porque puedes ir a entrenar el día que quieras, a mi me obligaban a parar y me di cuenta de que tanto para el rendimiento como para mi forma de ver el fitness o el gimnasio me ayudó mucho porque además recuerdo que los 8-10 que nos juntábamos del gimnasio hacíamos una cena en navidad y nos despedíamos hasta después de Reyes y era algo bueno, positivo, hasta bonito, yo tengo recuerdos bonitos de esa época con esa gente. Y no le dabas vueltas. Y eso ahora me ha hecho que yo me voy de vacaciones y aunque respeto mucho a la gente que lo primero que hace al irse de vacaciones es mirar un gimnasio para poder entrenar, yo no lo hago así. En vacaciones no me preocupo de entrenar. Ya entrenaré cuando vuelva. Y eso es un desahogo mental importante porque te ayuda a darte cuenta de que hay un tiempo para entrenar y un tiempo para no entrenar. Y paradójicamente durante las navidades cuando todo el mundo está preocupado por las comilonas, las cenas de empresa, las comidas familiares y todo eso y la gente está obsesionada con no engordar y van al gimnasio y hacen más ejercicio, es justo el periodo de tiempo que yo me tomo de vacaciones y no entreno. Porque si son vacaciones son vacaciones. Si hay 52 semanas al año y hay 2-3 semanas que decido no entrenar, asumiendo que las otras 49 semanas sí que lo voy a hacer, esas 3 semanas que no entreno al año no me están restando nada y me están aportando una recuperación física y mental que no tendría si siempre estuviera a full con el gimnasio. Además que volviendo al tema de antes, en ningún deporte no se para. En cualquier deporte hay un calendario de competiciones, y cuando terminan las competiciones haces un parón y es lo más normal del mundo ¿Por qué para levantar pesas no? Es que no tiene sentido. Así que déjate 2-3 semanas al año para no entrenar. Eso sí, las otras 49 las tienes que entrenar, y no es negociable, que ya estoy viendo a alguno que empezó hace 3 días a entrenar y decir que la semana que viene se la toma de descanso y eso no va así. Primero entrenas, incluso te sobreentrenas, te ganas el descanso y luego descansas. La ÚNICA ecuación del progreso Y el último punto que aprendí hace años es que cualquier ejercicio que vayas a hacer se puede resumir en una ecuación. Y esa ecuación es: Torque = Carga x Brazo de Momento Esta ecuación implica que para que haya más torque, yo puedo o aumentar la carga o aumentar el brazo de momento. Esto puede ser un poco técnico, pero esta ecuación implica que para aumentar el torque no es necesario aumentar la carga porque puedo aumentar el brazo de momento. Y esto es importante porque rescata una frase que leí hace muchos años de Bob Paris que era un culturista bastante popular en su época que decía algo así como que él no buscaba levantar 100 kilos, sino que prefería usar 10 kilos y que sus músculos lo percibieran como si fueran 100. Y esto implica básicamente que cuando vayas a hacer un ejercicio tienes que ver cómo puedes hacer el ejercicio más difícil, no más fácil. Porque si haces el ejercicio más fácil, por ejemplo acortando el rango de movimiento, sí, vas a necesitar usar más peso para igualar el torque en la ecuación, pero podrías generar el mismo torque usando menos peso y aumentando el brazo de momento teniendo un mayor rango de recorrido. Y esto es interesante porque te permite poner menos estrés en tus articulaciones. Y esto es algo primordial si quieres tener longevidad entrenando y longevidad en general. Hay muchos culturistas y gente dedicada al entrenamiento de fuerza que tienen clavos en la rodilla o caderas ortopédicas porque se han destruido. Entonces para obtener lo mejor del entrenamiento de musculación y evitar lo peor, es más interesante usar la menor carga posible maximizando esa carga para tus músculos. Porque repito, si torque es carga x brazo de momento, puedes generar el mismo torque aumentando la carga o aumentando el brazo de momento. Que esto es lo que ocurre por ejemplo al comparar una sentadilla con barra y una sentadilla sissy. Si tú haces una sentadilla con barra el brazo de momento hacia la rodilla es relativamente bajo. Si quieres que haya mucho torque tienes que poner mucho peso. Pero si haces una sentadilla sissy, el brazo de momento es enorme y solamente usando tu peso corporal tienes un torque que puede ser igual o seguramente superior al que tendrías con una sentadilla con barra. Y esto no es una cuestión de vieja escuela o nueva escuela, es una cuestión matemática y cualquier ingeniero lo podría ver esto perfectamente, pero la enseñanza es de nuevo, usar el peso como una herramienta y tratar de usar el menor peso posible para trabajar el músculo lo máximo posible. Y ya está, estos son 5 aprendizajes, que algunos los vi enseguida, otros me costaron bastante más tiempo entenderlos, pero que espero que a ti te puedan ayudar independientemente del punto en el que te encuentres. Si eres muy principiante, pues mejor aún porque los habrás aprendido enseguida y si ya llevas tiempo entrenando espero que alguno de estos te sirva para mejorar los años que te queden en el gimnasio que espero que sean muchos. Methanol laced alcohol is thought to have killed five young tourists travelling in Loas in South East Asia. Among the dead are a british lawyer, as Australian teenager from Melbourne and two danish woman. It's believed they all consummed drinks laced with methanol, a potentially deadly substance that is found in bootleg alcohol. A New Zealander is among those who have fallen ill in the popular backpacking town of Vang Vieng. Two Australian backpackers who feel ill were reportedly given free shots of vodka at the backpackers hospital in the town. Tommy Walker is a journalist with extensive experience covering Southeast Asia, he spoke to Lisa Owen from Bangkok.
Five tourists have died of suspected methanol poisoning in Laos, a country in southeast Asia, after drinking what's believed to be contaminated alcohol. A New Zealander is among those who have fallen ill in the popular backpacking town of Vang Vieng. The Minister of Foreign Affairs and Trade has confirmed it has been contacted and is providing consular assistance. British Lawyer Simone White is the fifth person to die after drinking suspected Methanol laced alcohol. An American, two Danish tourists and a Melbourne teenager have also died. Professor David Ranson, the head of Monash University's department of forensic medicine spoke to Lisa Owen.
