My friend Heather Sorensen (married mother of 4; grandmother of 14, early morning seminary teacher), joins us to share her story of losing her daughter Hannah in a traffic accident at age 15 in 2013. Heather talks about the initial and continued grief of her death and how she is navigating both holding her grief and her testimony of being with Hannah again. Si trabajas sentado todo el día, el test que te voy a enseñar ahora puede decirte si vas a sufrir dolor de espalda en el futuro. La mala noticia es que más del 50% de las personas NO es capaz de superar este test. La buena noticia es que este mismo test sirve para prevenir el dolor de espalda y hoy te voy a enseñar este test, te voy a explicar cómo realizarlo y te voy a enseñar a superarlo. https://youtu.be/aw9kUm2QqdA Los peligros de estar sentado A día de hoy ya se dice eso de «sitting is the new smoking» (estar sentado es el nuevo tabaco), pero esto es una verdad a medias. El problema no es estar sentado, al cuerpo no le ocurre nada malo cuando te sientas. El problema es que cuando estás sentado TODO el día, se producen una serie de descompensaciones musculares. Lo primero que ocurre es que pierdes la curvatura lumbar y eso hace que las vertebras se compriman y cuando se comprimen, los discos intervertebrales se presionan y ocurre lo mismo que cuando aprietas un tubo de pasta de dientes por un extremo, que la pasta sale disparada por el otro. Eso es una hernia. Pero es que al perder la curvatura de la espalda, la zona media y alta de la espalda tienden a inclinarse hacia adelante para mantenerse alineadas, eso hace que músculos como el pectoral menor queden acortados y rígidos porque los hombros tienden a encogerse y la cabeza a adelantarse. Sin contar con que los flexores de cadera se van a acortar, los glúteos se van a debilitar y si no tienes suficiente fuerza como para deshacer esta posición, las consecuencias cada vez serán peores porque especialmente la espalda está compuesta por músculos que deberían estar acostumbrados a mantener tu postura y luchar contra la gravedad por eso tienen mayor porcentaje de fibras tipo 1 que son las que tienen más resistencia a la fatiga porque esos músculos están diseñados para trabajar de forma continua. Por eso es imprescindible el entrenamiento de fuerza porque si esto no lo entrenas, esos músculos cada vez van a ser más débiles y si esto lo juntas con que cada vez estamos más tiempo sentados, las descompensaciones van siendo cada vez mayores y los peligros, los dolores y las consecuencias de estar sentado también aumentan. Así que si quieres reducir los problemas de estar sentado empieza por fortalecer el cuerpo. ¿Qué hacer para fortalecer la espalda? Dentro de las cosas que puedes hacer para fortalecer tu espalda, hay algo que es muy útil y es comprobar cómo de fuerte está ahora. Y para esto hay un test, que es el test de Sorensen. Este test evalúa la resistencia isométrica. Consiste en tumbarte boca abajo en una camilla, dejando el tronco (desde la cadera hacia arriba) suspendido en el aire, manteniendo el cuerpo totalmente horizontal y paralelo al suelo durante el mayor tiempo posible. Si estás en un gimnasio esto se puede hacer en una máquina glute ham raise y si no, se puede hacer sobre un banco de entrenamiento normal, sujetando bien las piernas ya sea con alguna cincha o incluso te puede sujetar un compañero. También se puede hacer en una máquina de jalones sujetando las piernas con el soporte que normalmente se pone sobre las rodillas. El caso es tumbarse boca abajo y teniendo soporte hasta la cadera pero todo el tronco que quede al aire. Pero no te preocupes que si no tienes acceso a ninguno de estos materiales luego te voy a enseñar una forma muy similar donde no necesitas nada para hacerlo, pero el test original se hace así. Test de Sorensen En el estudio original se observó que: Los hombres que aguantaban la posición al menos 176 segundos (casi 3 minutos) tenían una probabilidad significativamente menor de sufrir dolor lumbar en el año siguiente. Las mujeres tienen mayor resistencia isométrica en los extensores de la espalda que los hombres, y suelen tener mejores tiempos. Cualquier persona que no llegue a los 2 minutos (120 segundos) tiene un riesgo muy elevado de desarrollar patologías de espalda. Así que el objetivo es mantener tu tronco en el aire con las manos a los lados hasta que los músculos de tu espalda se fatiguen tanto que no puedan sostener la posición y tengan que ceder. En cuanto pierdas esa horizontalidad, el test termina. El objetivo es ser capaz de aguantar el máximo tiempo posible idealmente entre 3 y 4 minutos. Cuanto más cerca de 4 minutos mejor, claro. Pero sobre todo, si aguantas menos de 2 minutos ya sabes que eso es una alerta roja y que tu espalda tiene una falta de fuerza considerable, por lo que probablemente acabes teniendo problemas y dolores si no lo solucionas. ¿Y cómo lo solucionas? Muy sencillo, si lo que quieres es superar y mejorar este test, la forma más directa es entrenar con el test. Es decir que el mismo test sea el entrenamiento. Así que si suspendes este test, te aconsejo que uses este test como ejercicio y que lo hagas al final de tu entrenamiento habitual (porque si, tu entrenamiento habitual tiene que seguir estando), no lo hagas al principio porque fatigar músculos que te estabilizan no es buena idea antes de entrenar, así que hazlo después. Coge un cronómetro, y cuando no puedas aguantar la posición, lo paras. Y el tiempo que hayas tardado, descansas por la mitad de ese tiempo. Es decir, si consigues aguantar 80 segundos, pues descansas 40 segundos. Haz 2, como mucho 3 series y practica esto en días alternos o si ves que tienes muchas agujetas, hazlo cada 3 días y busca poco a poco ir incrementando los tiempos y verás como tu riesgo de padecer dolores y problemas de espalda disminuye considerablemente. El Test de Sorensen «en casa» Para los que no tengan este material para hacer el test de Sorensen hay una alternativa que se llama la cobra pronada. La cobra pronada es un ejercicio que se hace en el suelo y aunque no es igual, es suficientemente similar porque ataca a la misma musculatura. Es muy sencillo de hacer: Túmbate boca abajo sobre una superficie firme (puedes usar una toalla o esterilla para estar más cómodo). Estira las piernas y apoya el empeine de los pies contra el suelo. A medida que inhalas, ve levantando tu torso mientras tratas de juntar tus escápulas y vas rotando tus hombros hacia afuera (intentando apuntar con los pulgares hacia el cielo). Debes sentir el trabajo en la musculatura de la parte superior de la espalda, no en la zona lumbar. Cuando hayas levantado tu torso, las palmas de tus manos deben mirar hacia afuera, tus glúteos deben estar contraídos y tu cabeza debe quedar alineada con tu espina dorsal mientras que tus pies siguen tocando el suelo. Mantén esa posición el tiempo que puedas y luego regresa a la posición inicial. Aquí el protocolo es el mismo, es un ejercicio más sencillo con lo que podrás hacer mejor tiempo, pero igualmente menos de 2 minutos, incluso diría menos de 3 minutos ya que este ejercicio es más fácil que el otro, es una señal de que necesitas fortalecer tu espalda. Por supuesto, hay agravantes que hacen que este test sea más difícil por ejemplo el sobrepeso. Pero eso no es una limitación del test, es una muestra más de que el sobrepeso va a condicionar tu desempeño físico. Y que cuanto más sobrepeso tengas, más estás puteando a tu musculatura posterior porque tienen que vencer una resistencia inútil, que no sirve para nada y que lo único que hace en tu cuerpo es desatar una serie de problemas. Y sinceramente creo que el sobrepeso y la debilidad muscular son 2 problemas suficientemente serios como para atajarlos, pero cuando se juntan, que es lo que suele ocurrir, son 2 problemas que se retroalimentan y empeoran mucho tu situación. Así que ya lo sabes, si tienes sobrepeso, soluciona ese problema y si tienes debilidad muscular soluciona ese problema. Y si tienes los 2 problemas, soluciona los 2 problemas. He is Sami but no longer immersed in the culture, and Sorensen is also mourning the recent death of his wife, so he's hesitant to return to his hometown. He ends up following the trail of two women, a journalist and a musician, and discovers the writings of a relative, a real-life Sami author who wrote about his struggle to survive. Sharon White is an award-winning author whose work spans nonfiction, poetry, and fiction.
