Cole Sprout returns to the podcast to breakdown his final seasons at Stanford. The long-time Cardinal, originally from Littleton, Colorado, most recently competed at the Washington-Dempsey Indoor meet on January 17 and 18 (where he came in ninth in the mile with a time of 3:57.64 and second in the 3k with a time of 7:45.24). He also threw down at the very competitive Boston University Sharon Colyear-Danville Season Opener on December 7, 2024, where he came in 21st in the 5k with a time of 13:30.17. Cole's run at Stanford was very successful, with impressive PRs to show: he ran 1:51.79 in the 800m; 3:56.53 in the mile; 3:42.27 in the 1500m; 13:24.38 in the 5k; and 27:42.42 in the 10k. Before moving out west to compete at Stanford, Cole won the Colorado state cross country title in 2019, breaking his own meet record with a time of 15:12.7. He also came in seventh at the 2019 Nike Cross Nationals, after placing third in 2018. Cole won six Gatorade State Athlete of the Year honors – three in track and three in cross country. Cole graduated with a bachelor's from Stanford in Symbolic Systems. Showing how well-rounded a person he is, Cole has volunteered in the past with the Denver Rescue Mission–an organization that helps the homeless and those suffering through addiction with emergency services, rehabilitation, transitional programs, and community outreach. Additionally, Cole has gone on a mission trip to Ethiopia. Cole always offers great insight and wisdom, and we're excited for you to hear this latest offering from one of the sport's most insightful athletes. Today on the podcast is professional trail & track runner, Anna Gibson. Anna has one of the most insane resumes I've ever seen. Anna was born in Jackson, Wyoming, where she had a record-shattering prep career, winning 17 (YES SEVENTEEN) overall Wyoming state titles combining track, cross country, and Nordic skiing. She was also the valedictorian of her class with a 4.0 unweighted GPA She won the 2017 Brooks PR Invite in the Mile in 4:43.77 and placed fourth at NXN in 2016 Nike Cross Nationals. She was the 2017 Junior National Champion in the 10k Classic for Nordic skiing. After a brief stint at Brown, Anna transferred to The University of Washington where she was a part of the NCAA Record-Run in Distance Medley Relay. She was 2023 Second Team All-America (Mile, Indoors | DMR, Indoors) and Honorable Mention (1,500m, Outdoors), 2022 All-West Region XC, 2022 Honorable Mention All-America (1,500m, Outdoors), 2022 Second Team All-America (Mile, Indoors) & the 2022 Pac-12 1,500m Bronze Medalist. Anna now competes for Brooks Running professionally both on the trails and on the track. She placed 18th at US Olympic Trials this past summer & holds a PR of 4:08 in the 1500m. She was 10th at USAs in 2023 in 1500m. On the trails, she placed 6th at Sierre-Zinal 2024. She holds the course record at the Rendezvous Mountain Hill Climb 2024. 3rd at Pikes Peak Ascent 2023. 4th at Mammoth Trailfest 2023. 12th overall Golden Trail World Series 2023, having raced only two out of three scoring opportunities during the season. Today on the podcast is my very fast friend Sophia Kennedy! Sophia Kennedy has slowly cemented herself as one of the greatest runners in Indiana state history. Last fall, Sophia placed seventh at the Nike Cross Nationals, a week after taking second at the Champs Sports Midwest Region Championships. Sophia is a two-time qualifier for the Eastbay National Cross Country Championships, placing seventh in 2021. Sophia, the daughter of U.S. distance great Bob Kennedy, was fifth in the two-mile at the 2021 Brooks PR Invitational and eighth in 2022. Running for Park Tudor School in Indianapolis, Sophia was second in the 3,200 at the 2022 Indiana state track finals and third in the state in cross country this fall. This indoor season, Sophia placed fourth in the Mile at Nike Indoor Nationals, running 4:45.60. This outdoor season Sophia became the Indiana State Champion in the 3200m and placed fourth in the Brooks PR 3200m, running a personal best time of 9:57.09. Others may know Sophia's dad, Bob Kennedy, a two-time Olympian who set American Records and won four NCAA titles while at Indiana University. Sophia is committed to run for Stanford University this Fall. Today on the podcast, I have the great privilege of speaking with the 2022-2023 Gatorade Boys Cross-Country Player Of The Year, Daniel Simmons. Daniel is the fastest junior in the country at the moment and looks to make history every time he steps on the grass or track. Last Fall, he raced to All-America honors by placing second at Nike Cross Nationals in a time of 14:51.7. Perhaps most impressive, he broke course records in each of his last six races and won the Class 6A individual state championship while leading his team to the team title. On the track thus far, he has run 8:34 in the 3200m at the Arcadia Invitational, won state titles, and set meet records. He'll be racing the Brooks PR on June 14. Today on the podcast series "The Road To Hayward" is Irene Riggs and Sophia Kennedy, friends and future teammates at Stanford University this fall! Irene Riggs and the word "history" belong in the same sentence. Over the past year, Irene has made history in her home state of West Virginia and on the National Stage. Irene became the first athlete from West Virginia ever to win a national cross country title, and she did so in remarkable fashion, overcoming cold, windy conditions at NXN to produce the No. 2 all-time mark of 16:40.9 at Glendoveer Golf Course in Oregon. She also ran the second-fastest high school girls' 5K cross country race in history with her 16:02.1 effort at the Nike Southeast Regional. Irene also made her first U.S. National Team by winning the 2023 USATF U20 XC title. This track season, Irene ran 9:45.97 in the 3200m at the Spire Scholastic Showcase Meet, became the Nike Indoor National Champion in the Mile, winning in 4:38.23, and won the Arcadia Invitational 3200m in a meet record time of 9:52.66. Irene is also a fantastic selfless individual off the grass and track. She is the Vice President of the student body at her school, a student council representative at Morgantown, and has spent hours doing community service. Through these accomplishments, Irene became the 2022-2023 Gatordate National Girls Cross-Country Player of The Year. Colin Altevogt, the boys XC coach at Carmel High in Indiana. Colin has been coaching in Indiana for the past 11 years, the last six years as a cross country coach at Carmel. The team has captured four state championships and two state runner-up titles with two qualifications for Nike Cross Nationals (2014 and 2017), including a tenth-place finish in 2017. Background Ran in high school and college Taught at Avon right out of college 2011-2013 moved to Carmel as an assistant 2012 we trained training 2014 became head coach In the 6 years, we have 4 state titles and 2 runner-ups Why did you get into high school coaching Always wanted to be a teacher and loved track When I was in college did volunteer coaching Always wanted to be a coach since he was in early teens Speak to cross country and the traditions in the mid-west Our winters are fairly mild with just a few exceptions Summer we meet in the mornings so good running conditions Summer Program June 2nd was State track meet June 4th was first practice for XC for those who did not run State We call threshold runs PPM's we don't give them a set pace Paces are based off hard threshold workouts we do once a week over summer What is PPM Pace Per Mile Big difference with us is threshold workout They run it 'all-out' at a pace they can handle well We keep it simple instead of giving paces Need to learn how to run hard Example 15:30 5k guy runs 5:00/mi what is this PPM workout for him? Varies a little by runner 800 guy may not be as fast as 3200 guy On a good day 5:20-5:30 for 8 miles Workout structure Pace per mile is what they do is calculated after the workout The structure is to do best you can Senior boys maybe junior are doing 8 miles The freshman does maybe 2 miles hard and builds up to 5 We had 2 boys this year build up to 9 Week 1 may do 6 at 5:40 pace, then next week 7 at 5:45 pace then the next week maybe 7 again at 5:40 They figure it out the hard way how to do these Ok with them going out too fast and adapt over time Paavo training technique Thresholds are an important part of your program, once in the season can you give us a weekly schedule? First meet right around Labor Day Up until first meet Long Run Monday, T/W milage, Th PPM, F milage, Sat building up volume July on Tuesday we may do short PPM in the middle maybe 2 miles for veterans Will work in repeat miles in August Once in season 400 intervals are CI, always the same pace for the season. Low set and high set 2-3 cycles. Low set 4 less than high set High set 1/2 distance of PPM so 8-mile PPM is 16x400 w/ recovery 3:00 jog rest to start Find recovery loop and loop time will come down over the season on loop Monday high set, Thursday low set is what do before big meet in season 400 pace 6-8:00/mi is about 1:00/mi faster than that 5:30 is 70second 400 On big race weeks go to the 2 CI and no PPM that week Once get to tournament week go from 1/4 to 1/3 of a mile so same pace for about an extra 25 seconds Do you get requests for more variety? Jonathan Dalby is one of the most successful coaching in the country. He had two teams qualify for the Nike Cross Nationals this past week. His boys earned a podium spot, finishing 3rd, while his girls team finished 6th. Only Fayetteville-Manlius had a higher combined team finish. In this interview, which are excerpts from his full length interview on HighSchoolRunningCoach.com, he talks about the elements of success, such as being consistent and putting in the work. He then goes ins a discussion about team culture and not underestimating the social aspect of the team. Finally, he shares a guiding training principle of going from general work to more specific work.
