#295 - Training with Minimal Equipment with Michael Wolf

BLOC master coach Michael Wolf returns to the podcast to talk about the many ways you can turn a relatively spartan training environment into productive training. Like many people across the world, Wolf has been stuck in his apartment under lockdown due to COVID-19, with only a couple kettlebells and some loadable dumbbells to train with.   So, Wolf has put together a series of progressively challenging kettlebell workouts you can do at home. You don't necessarily need kettlebells either! Wolf focuses on replicating the barbell lifts as closely as possible (after all, the big barbell lifts were created from major human movement patterns), using anything heavy that is available. Objects like sandbags, water jugs (full of course), heavy stones, duffel bags, etc. can be used to add weight to basic movements like squats, deadlifts, and presses.   Matt and Wolf both agree that it's important, even when training with suboptimal implements, to focus on progression. Progression is what separates exercise from training, after all. If you can't make the object you're lifting heavier, look for ways to make the movement more difficult using leverage and balance.   If you do have access to a kettlebell or dumbbell, Wolf has created a series of videos to teach you how to perform all of the basic movements and progress them. Yet these same people often struggle with another problem -- the problem of perfectionism -- which the barbell community doesn't exactly help.   We're barbell nerds. We love physics, programming, and the sundry little details of technique that help us optimize our training. These are the stepping stones on the path to strength, but for some they can be more of a trip hazard. The pursuit of excellence can become the pursuit of perfection, and when they inevitably fall short disappointment pervades. Perfectionism only robs us of the satisfaction of self-improvement and obscures the view of long-term progress; and, as we know, strength training is playing the long game.   Or, as Ralph Waldo Emerson put it more eloquently in his essay Self-Reliance: "If our young men miscarry in their first enterprises, they lose all heart. If the young merchant fails, men say he is ruined. If the finest genius studies at one of our colleges, and is not installed in an office within one year afterwards in the cities or suburbs of Boston or New York, it seems to his friends and to himself that he is right in being disheartened, and in complaining the rest of his life. A sturdy lad from New Hampshire or Vermont, who in turn tries all the professions, who teams it, farms it, peddles, keeps a school, preaches, edits a newspaper, goes to Congress, buys a township, and so forth, in successive years, and always, like a cat, falls on his feet, is worth a hundred of these city dolls. He walks abreast with his days, and feels no shame in not 'studying a profession,' for he does not postpone his life, but lives already. #209 - How to Troubleshoot Your LP

Monday's episode covered programming fundamentals for the ever-popular question: what do I do after the novice LP? Today Matt and Scott expand on the topic by walking through specific examples and discussing their thought process troubleshooting each scenario.   Most people begin to fail on LP for just a couple reasons. As mentioned in episode #55 - Programming Is Secondary, consistency and technique make the biggest impact on progress in the gym. But let's assume that you consistently make your workouts, and your technique is good. The reasons you will fail on LP are: You have not done enough work to adapt to the current training loads You cannot recover from the work each session   That's it! The coach's challenge (or the self-coached trainee's challenge) is to determine which is the case in any given scenario. In the case of the squat, when the bar speed begins to slow significantly and things get grindy, the first programming change we make during LP is to make the mid-week workout a light day, reducing the load to ~80% of the load lifted earlier in the week (but sticking with the 3x5 set/rep scheme). For most lifters at this point in LP, a 5lbs increase each workout constitutes sufficient stress to continue driving strength, but they cannot recover from three PR workouts a week.   Now wait a minute... stress is supposed to go up if we want to continue making progress right? In the midweek deload, stress (as measured by tonnage) goes down since the load goes down and sets and reps remain the same. This is true, but only temporarily. If the midweek deload allows the lifter to drive his loads up, then in a couple weeks as the weight on the bar climbs he will indeed be doing more work (tonnage) than he was before.   This is crucial. Stress must go up over time, but it's a trendline. After novice LP, you can't measure stress from workout to workout anymore. Loads won't go up every single workout. But they will go up over time. That window of time is governed by your level of training advancement, as discussed in the many intermediate and advanced programming episodes.   Programming is pretty simple when you examine the problem at hand rather than talk in generalities. The challenge lies in the fact that there are often multiple solutions to the problem, yet some may be more optimal than others given everything else that's happening in the program. To recap from previous episodes, there are essentially four basic "moves" we can make in programming: Increase work -- using the programming variables of intensity (load), volume, frequency, and exercise selection Decrease work Increase recovery -- with more rest time between sets, more rest between workouts Decrease recovery -- with less rest time, or by doing more work within the same rest "window"     Still confused about programming? For those that have walked the path and become strong, there are times when the weights go from challenging, to soul-searching, to world-endingly heavy, yet, stress must continue to increase in the quest for more strength. That's where the deload comes in -- a strategic, drastic reduction in load and volume to allow fatigue to dissipate and provide a much-needed psychologic break from heavy training. Whether it's following a meet, an advanced training block, or simply a phase of heavy training mixed with a large amount of life stress, deloads are an important part of an intermediate and advanced lifter's programming.   Today Matt and Scott walk through some examples of deloads from their clients as well as their own training, and discuss how their approach to programming a deload week has evolved over the years. Matt and Scott speak with Brett Veinotte of the School Sucks Podcast about David Allen's seminal book about productivity and time management Getting Things Done. Brett is a former educator and test prep coach that now runs the popular, critical School Sucks Podcast examining issues with the public education system, college, and more. Six years ago he began using the GTD method, as it is referred to, to manage what felt like an endless, overwhelming to-do list.   The GTD method is structured in five steps, beginning with a "brain dump," that is, writing down every single thought and idea that is kicking around in your head and storing those in a designated folder. The idea behind the brain dump is to free your mind from the dozens of sprawling ideas that take up space and "bandwidth."   Once these are gathered in a single place, you can begin to decide whether the ideas are actionable or not. Scott actually throws away all the undone items on his to-do list every six months or so and does a fresh brain dump. If he doesn't write down a certain item on the new list (because it wasn't floating around in his mind), it probably wasn't as important as he thought it was. Conversely, things that return to the list probably are more important that he originally estimated.   The full five steps are as follows: Capture -- collect what has your attention. Clarify -- process what it means. Organize -- put it where it belongs. Reflect -- review frequently. #181 - Are You Doing the Work? Stop Overthinking & Be Like the Mule

The novice linear progression is a beautiful thing. It's simple. It's hard, but it's effective. It gets EVERYONE strong. Yet some people struggle with the program early on, hitting plateaus that leave them wondering whether it's cut out for them. Matt and Scott discuss the challenges for this type of trainee, and how their problem is largely mental.   Scott describes this type of trainee as typically highly educated professionals -- engineers, physicians, lawyers -- who spend the majority of their work days using their minds. These trainees often come to strength training with years of calorie restriction under their belts, a suppressed appetite, and a tendency to overthink the details of the program. They are used to doing hard work, pulling long hours at the hospital or the office, but perhaps they've never done anything physically hard. Unlike laborers with physical jobs, they may be disconnected from their bodies and unaccustomed to the discomfort of hard physical training, confusing fatigue with pain and injury.   Starting Strength: Basic Barbell Training, the auxiliary articles published on the website, and the vigorous discussion amongst the community of lifters and coaches have collectively examined the novice linear progression and the mechanics of the basic barbell lifts in exhaustive detail. Perhaps this culture of intellectual curiosity has had the unintended affect of distracting some people from the basic reality of strength training: you have to do it. You have lift heavy. A working model of the lifts and how to perform them, as well as a basic theory of programming is useful to any lifter, but eventually you just have to hit the weights, consistently.   So don't overthink it! Be like the mule, take up your yoke, and do the work. #178 - Improve Your Recovery with Better Sleep Hygiene

Recovery is one of the two factors in the Stress Recovery Adaptation (SRA) model, and when you boil it down, there are really only two elements of recovery worth worrying about: food and sleep. Sleep is something we all know we need, but often struggle to get enough of. With work demands, family demands, and the gauntlet of digital distractions lining the path to the bedroom, it sometimes seems like sleep is out of our control. To some extent, for some people (like the parents of newborns), that may be true. However, there are sleep factors we can control!   Sleep quality is as much the result of your sleeping environment as the amount of time you spend sleeping there. The optimal sleeping environment comes down to individual preference, but here are some things you should try first: Get a quality mattress (or replace your old one). It doesn't have to be expensive! Several highly rated memory foam mattresses are available on Amazon for as little as a few hundred dollars. If you sleep with a significant other, use separate blankets so you don't disturb each other during the night. Turn the thermostat down -- most people sleep better with the temperature below 70 degrees Fahrenheit. Turn off the phone before bedtime, preferably an hour before. The blue light that digital screens emit can make restful deep sleep states harder to achieve. This includes any ringtones, notifications, or other distracting noises your phone might make during the night. White noise can help light sleepers from waking due to intermittent noises during the night. There are apps for this, or  you can use something simple like a fan to create steady white noise. If your sleep quality has been poor, do a sleep study! Sleep apnea may be robbing your sleep and your gainz, but can be corrected with a CPAP machine.   Got a question for Matt and Scott? #176 - Defensive Finance: Managing the Cost of Life

Matt and Scott first talked about money and personal finance in Episode 157, which focused on the many benefits of getting out of debt. Once you are debt free, Scott says, it's time to play defense with your finances, and put you in a position to build wealth which you can then invest, and make your dollars work for you.   Defensive finance is all about managing your life expenses and building the nest egg that you can retire on and live at your current level of consumption. Obviously, the lower your life expenses, the less you have to save to maintain your consumption as a retiree... or thinking about it another way, the more you can save in excess of the bare minimum nest egg. This excess can protect you from life's unexpected eventualities -- sickness, children, job loss, major household maintenance -- which tend to be expensive affairs.   Scott lays out the simple math of retirement in thirds. Take your gross (pre-tax) income: 1/3 will go to taxes; this number will likely be smaller in your younger years, higher in your later years as your income grows, but on average count on 1/3. 1/3 will go to life expenses -- housing, food, insurance, clothing, transportation, and everything else. 1/3 should be saved for retirement.   Therefore, your total living expenses should equal 1/3 of your gross income. For many people, however, living expenses constitute MUCH more than a third of their income. And that's a problem.   Much digital ink has been spilt over the "latte problem," the amount of money wasted on mindless daily habits such as a Starbucks latte on the way to work. And it's true, these habits can add up in a year. A simple $3 Starbucks tall latte, five times a week, adds up to nearly a $1,000 in a year after sales tax. Many people order more expensive drinks that this too. Nevertheless, Scott argues that most people make the most costly mistakes with the big items: cars and houses. It takes a LOT of lattes to make up for overspending on a house or a new car.   Defensive finance also means searching for the hidden cost of ownership. A house is an asset, but it's a pretty terrible one as far as money goes. It does not produce anything. It cannot be sold easily (or cheaply; remember there are closing costs!). It's value is highly volatile to factors outside of your control (macroeconomic issues, interest rates, changing city demographics and government). And it's expensive to maintain. Many people fail to recognize the costs of home ownership beyond the mortgage payment. Property taxes can cost many thousands of dollars each year. Insurance must be obtained. Maintenance costs between 3-5% of the house value annually, although maintenance tends to be sporadic: the A/C breaks down, a storm destroys the roof, the fences needs repair, etc.   Living within your means while considering the FULL cost of your lifestyle is the essence of defensive finance. That means containing your total living expenses to 1/3 of your income, so that you can save for retirement and, as Scott says, not have to eat dog food in your winter years.   Got a question for Matt and Scott? Since taking over the USSF in 2018, Jordan has made a number of changes, increasing the number of meets, improving the ruleset based on feedback from lifters and a panel of judges and coaches, and streamlining the meet direction process from equipment to judging to spotting.   The USSF differs from traditional powerlifting in a few important ways: As noted above, the standing press is substituted for the bench press -- a nod to the defunct clean and press practiced by the great Olympic lifters of yesteryear. There are no judge's commands. Once the platform is declared "ready," the lifter has 60 seconds to unrack the bar, perform the lift, and re-rack the bar... all on their own time and under their own power. Lifters weigh out, not in. Immediately following the third deadlift attempt, lifters walk to the weighing area and record their bodyweight, escorted by a judge. Deadlifts must be performed conventionally, with the knees inside the elbows. This contrasts with the sumo deadlift style which is popular in other powerlifting federations.   These changes eliminate many controversial and downright inconvenient elements of traditional powerlifting. Eschewing judges commands ensures that each lifter has an equal opportunity to complete the attempt, without influence from a judge's command, which may vary in timing, thereby affecting the difficulty of the lift. Furthermore, it eliminates red lights due to the lifter jumping the "rack" command following the completion of a squat. It also eliminates the need for the head judge to call a good lockout at the top of the deadlift, which he is in a poor position to judge anyway. In all lifts, the lifter executes the attempt as best he can, and the judges simply give white or red lights based on the rules.   Weight outs were instituted for the safety of the lifters and to even out the difference between the lifter's weight class and the actual bodyweight at which they compete. In federations with long weigh-in periods, weight can be cut dramatically before the meet and regained afterward, meaning a lifter could weigh in at 198lbs (therefore putting him in the 90kg weight class) but step on the platform at 225lbs or more. Fan favorite Andy Baker returns to the podcast... this time to talk about himself, not programming (though he manages to sneak some programming talk in anyway). Andy of course is the programming mastermind behind the Baker Barbell Club, and the co-author of Practical Programming and The Barbell Prescription. Today he shares his story of training as a kid in a sweltering attic in Houston, to learning from top lifters in college, to a career of military service... and explains how each of these experiences contributed to the master barbell coach we know today.   Andy found an early mentor in powerlifter Bill Windschief (Deep Squatter has an interview with Bill here), a USPF Texas State Champion and top-3 finisher in the USAPL Nationals in the late 90’s. Bill taught Andy the value of simple, effective programming, and was a proponent of the three week, 8-5-2 rep scheme cycle that Andy still uses with his lifters today. Andy also points out that during the 90’s, with the internet still in its infancy, the gym served as the main source of information on lifting technique and programming. Lifters met face to face, talked between sets, and shared what was working and what was not… quite a different atmosphere from today, where lifters are more likely to spend their rest time checking Instagram or arguing on forums. Consequently, he learned to have an open mind and pull from many sources — powerlifters, bodybuilders, Olympic lifters, even strong recreational lifters — when designing his own training routines and thinking about fitness.   In college Andy trained as a bodybuilder, though he never competed. He later shifted to powerlifting, while studying for a degree in Exercise Science. He found the curriculum disappointingly endurance-focused, however, and was frequently bored in class. Then September 11th happened, and he made the snap decision to sign up for the Marine Corp. While on tour in Iraq, he turned to the base gym for peace, and continued to work on his academics when possible. After completing his four year contract with the Marines, Andy opened his gym, Kingwood Strength & Conditioning. #172 - Why High Volume Is Not The (Only) Answer to Muscle Growth with Andy Baker

Andy Baker returns to the podcast once more to discuss his strategies for driving hypertrophy in intermediate lifters. Andy is a master programmer who has co-authored Practical Programming and The Barbell Prescription: Strength Training for Life After 40. In this episode Andy argues that the current vogue for high volume training in pursuit of hypertrophy demonstrates an incomplete understanding of the programming variables and is often simply impractical.   Andy reminds us that both volume and intensity are stressors in the SRA equation, and we need more stress to drive continued strength adaptations. Since cross-sectional muscle size is the main driver of strength gains after the novice phase (during which neuromuscular efficiency increases also contribute to strength), the additional stress should contribute to hypertrophy. Most trainees have the idea that more volume is needed after novice LP, since they have increased intensity as the only variable up to that point. This is true, but how much is enough volume? Logically, volume can be driven up indefinitely, whereas intensity can only be driven up to a point -- 100% of a rep max.   Practically, however, there are limits to the amount of volume a trainee can do in a workout. Instead of increasing sets and reps indefinitely, Andy recommends using novel exercises at varying rep ranges to drive additional volume. These are typically supplemental lifts such as pause/tempo squats, front squats, rack pulls, incline bench press, press starts, etc., however they could also be accessory movements like lying triceps extensions. He recommends introducing these early to mid-intermediate, giving the trainee plenty of workouts to acclimate to the new movement to the point it can be trained heavy. The goal here is to identify, over time, a handful of assistance exercises which work well for the lifter, recognizing that every lifter will be different... and even the same lifter may not respond the same way to assistance lifts as their training career progresses!   Andy also points out that accumulating new movement patterns builds a mind/muscle connection that trainees coming out of the novice stage -- during which the exercises are very limited -- often lack. Since these movements are mechanically less efficient than the main barbell lifts, they can be done for more reps and thus, give the muscles more time under tension, which contributes to muscle growth. #148 - Warm-ups: How To Do Them, Without Overdoing Them

They may seem trivial, but warm-ups are an important part of the strength training process. Unfortunately many people either fail to do them properly (or at all), or they overdo them, missing the point that warm-ups are, well, a warm-up. Popular slogans like "our warm-up is your workout" don't help the matter, implying that the warm-up must be an intense, drawn out matter. The warm-up serves one purpose: to prepare us for the work sets, where we will actually impart the stress necessary to drive adaptation.   Physiologically, the warm-up increases circulation and oxygen flow to the muscles, improves lubrication in the joints (movement causes synovial fluid held in the cartilage to squeeze out and lubricate the articular surface of the joints), and prepares the neurological system for the complicated task of lifting. The last point is an overlooked one. As Scott argues, the center of mass in the barbell-lifter system changes rapidly during the warm-up process, as the lifter progresses from the empty bar toward his work weight. For a two-hundred pound man, the center of mass when squatting an empty bar isn't much different from squatting bodyweight. When his work sets get north of the mid-300's, however, the center of mass moves upward toward the bar, and therefore demands significantly more attention to balance. Scott argues that this is primary reason for the warm-up: to prepare your neuromuscular system for the task of producing force under very different circumstances than normal activity.   Unfortunately rank novices, and even some experienced trainees, often fail to warm-up properly. They perform too few sets, or too many, or they make the wrong weight jumps. As the Blue Book prescribes, the warm-up should comprise: Empty bar (45)x5x2 Jump #1x5x1 Jump #2x3x1 Jump #3x2x1 Work sets   For a 315lbs squat, the warm-up would look something like this: 45x5x2 135x5x1 225x3x1 275x2x1 315x5x3 work sets   Many novices get hung up on the jumps. They should be roughly equal, so that you don't make too large of a jump between sets, although most lifters prefer to get a certain weight on their back early in the warm-ups to help them stretch and reach depth. It's also OK to perform more warm-ups than indicated above. If you're feeling stiff, take an extra empty bar warm-up set (or two or three). Another problem lifters run into is over-complicating weight selection for warm-ups. Unless your work sets are close to the empty bar in weight, you shouldn't have to use change plates for your warm-ups. Use 25's and 45's, maybe 10's for your pressing movements. Don't rely on a calculator (or the Starting Strength app) for your warmups; figure out a progression that works for you and commit it to memory as well as your training log. #147 - Motivation Over Discipline

Over the last few years the "discipline" movement has gained full steam. From retired special forces like Jocko Willink and David Goggins touting the benefits of waking up at 4:00am, to Mr Money Mustache calling his followers to face punch their finances, the internet is awash in discipline pep talks. Often these calls for discipline involve a sort of intense, white-knuckle approach to lifestyle and personal development that requires willpower and self-denial. However, is this really the right approach to cultivating lasting habit change?   Matt and Scott argue that it is motivation, in fact, that begets discipline. White-knuckle discipline relies on willpower, a finite resource, while motivation comes from within. Those who appear to exhibit a high degree of discipline or self-control are really not using much self-control at all. They are merely acting on their deeply-held values, which requires little willpower. We often mistake this affinity for a task or habit which many find difficult for discipline, when the truth is that for guys like Jocko Willink, waking up at 4:00am simply comes naturally for him.   Instead of forcing ourselves to do things we think we ought to, Scott calls us to deeply examine the things we value and align our habits with those values. Ultimately, we do what we like to do. That isn't to say we should never subject ourselves to a little voluntary hardship. Struggle and hardship is a part of any journey. #145 - Training IRL: How Training Habits Change With Life

Matt and Scott take a moment to reflect on how their lives have changed after the whirlwind year that was 2018, and how their training has evolved along with them. For even the most dedicated among us, training takes a backseat to life sometimes, and that's OK. As we age, gather experiences and grow, our priorities change, and training changes to reflect that.    For Scott, that meant taking off a large portion of training during the fall of 2018 while he worked through the sale of his business, Data Storage, Inc. He trained when he could, which sometimes meant only once per week. Under intense stress, he eschewed his normal training program and simply tried to get under the bar and do a few exercises. Now that the sale has closed and he's back to a more normal schedule, Scott has been running a basic LP as he climbs back to heavier loads on the main lifts. As mentioned in previous episodes, LP is a useful tool even for a lifter who has been training for years. It's an excellent way to regain strength after a prolonged layoff. For Scott, the LP will only last a few weeks, and he will make much larger weight increases each workout than a novice trainee undergoing his first LP. So far it's paying off, as Scott has set some volume PR's on his pressing movements.   Matt has remained fairly consistent with his training despite the fast-paced growth of his company Starting Strength Online Coaching. Caring for his ailing father, however, has shifted his priorities from strength training to health and longevity. To that end Matt has sought to lose weight and reduce his waistline while dieting in a way that fits his busy lifestyle, which includes frequent travel and restaurant dinners. He has found that intermittent fasting works well for him, allowing him to manage his calories throughout the day without worrying how many calories he is eating at dinner. His ability to train in the morning is diminished somewhat, but he has enjoyed the clarity of mind that comes in the fasted state. Most importantly, he feels good, is losing weight, and still continues to train -- all in a manner that fits his personality and lifestyle.   Barbell Logic will always be about training and the myriad benefits it has on our lives, but even training is sometimes about... well, not training. In other words, life detrains us over time: as we age, as major events take over our time, as our priorities change. These moments serve as opportunities for us to re-evaluate our goals and change our methods, if needed. Through it all, the barbell is constant. To quote from Henry Rollins' classic article Iron and the Soul, The Iron never lies to you. You can walk outside and listen to all kinds of talk, get told that you’re a god or a total bastard. The Iron will always kick you the real deal. The Iron is the great reference point, the all-knowing perspective giver. Always there like a beacon in the pitch black. I have found the Iron to be my greatest friend. It never freaks out on me, never runs. Friends may come and go. When Scott sold Data Storage, Inc. -- as told in episode #142 --  things didn't go perfectly smooth. As with any decent sized small business, various legal matters arise in the course of regular operations. When it's sale time, however, any outstanding legal issues come under intense scrutiny as the buyer conducts their due diligence. In these situations, you need a ringer. You need a guy like David Keesling, a veteran trial attorney and labor law expert based out of Tulsa, OK.   David is a former Marine who began his law career in 2002. Since then he has won numerous cases and settlements for businesses dealing with labor law issues, malpractice suits, and state and federal government tort claims.
