Is it too late to gain lean muscle in menopause? No. Is it harder to gain lean muscle in menopause? Than it was when you were at your peak muscle in your 20s, yes. Shouldn't I focus on fat loss first? No.  To gain lean muscle … so you look better, feel better, and do life better there are some things you need. You'll need to understand the balance between the right exercise, the right recovery, the right total calories and total protein and the type and timing of exercise and protein during menopause.  Women get nutrition wrong. Most often if they'll do the exercise, they get hooked. But the exercise alone is going to take you only so far. As you'll hear more this year, if we consider strength training, protein, or supplements, the greatest of these is strength training.  You've got to lift. AND if you want it all as so many of us do, you need to integrate the work, recovery, and nutrition. There are thresholds for many of these. They don't call it exercise prescription for nothing. The protein and the exercise both have a dose-response component.  In this Episode:  What Exercise it Takes to Gain Lean Muscle What protein it Takes to Gain Lean Muscle  Overall Calorie Truths that Favor Lean Muscle  Questions I'll answer:  What strength training protocols actually work?  How important is protein in the more muscle-less fat equation? What is the importance and difference between Essential Amino Acids, BCAA, and leucine?  Could you be eating too little to gain lean muscle even if you're lifting?  Science:  Studying a group of postmenopausal women who had not been strength training at least 24 weeks prior, researchers showed that twice weekly strength training for 8 weeks [even with a higher repetition range than traditionally associated with strength] increased (Grzyb et al, 2022): Lean muscle mass muscle strength  muscle endurance The twice weekly protocol is advantageous for menopausal women because the need for honoring cortisol and adrenal health during a time when women are more vulnerable to the negative effects of stress. Without adequate recovery time, breakdown of muscle is significant enough during exercise (combined with lack of sleep, stress, low energy diet) that lean muscle gains would likely be lower with greater frequency of exercise. To prove there were no dietary changes, subjects submitted 3-day diet intakes before and after the study to confirm no dietary changes occurred.  Muscle Protein Synthesis and Muscle Protein Breakdown Muscle protein synthesis slows down after a meal so it's wise to consider regular meals and a possible snack of a post-workout smoothie to boost protein intake. Try getting four high protein meals to help you achieve adequate protein. Hit 30 grams at least at each meal. If you can consume more, the increased need in older adults has been proven. It takes a 70yr old man consuming 40 grams of protein post workout to achieve the same muscle protein synthesis as a 20yr old man.  Try these options to increase your protein intake.  Example 1: a pre-workout simple shake  post workout smoothie or protein-rich breakfast Lunch  Dinner  Example 2: Breakfast smoothie  Lunch Mid-afternoon smoothie Dinner  Should You Supplement? The amino acid leucine is particularly important. However, I don't suggest jumping to BCAA supplements. If your diet isn't adequate you can't out-supplement a diet poor in protein. I recommend if you're not consuming a diet rich in all 9 essential amino acids, you start with EAA supplementation first. (My recommendation is in flippingfifty.com/resources) Getting about 5 gm of leucine per day – if you've got two meals with six ounces each of turkey, beef, salmon, cod or tuna, you'll hit that.  Previously, I've shared American College of Sports Medicine's recommendations that before or after workout supplementation are both beneficial. Doing both if you eat a high-quality adequate calorie, adequate protein diet may not be “more” helpful.  However, if you're a hard-gainer or older, the ACSM review of literature did recommend both may be helpful.  Are You In Too Big a Calorie Deficit to Gain Muscle and Lose Fat?  During periods of excessive dieting and low calorie intake, the body favors protein breakdown. Yes, you heard right. Fasting and lifting may backfire. It's not helpful for midlife and older women who want to gain lean muscle, strength, and optimize body composition.  Signs it's happening for you?  You're tired all the time. You don't recover from workouts very quickly.  There's no desire to exercise.  Your mood and sleep are both meh.  Calorie In a calorie surplus with adequate protein dosed throughout the day, you will much more easily gain lean muscle. During this time, you may not be shredded. However, that term is really best reserved to those bodybuilders dieting down (unhealthfully) to reach a stage weight (and then all too often binge on a Big Mac afterwards).  You can shift periodically to a lower calorie diet, alternating the surplus with keeping it even. Note that you can gain strength with a calorie deficit. That is if you're not a midlife woman already under stress adding more stress by lacking fuel. But you won't gain lean muscle – which in the end actually improves your metabolism, energy, and round the clock fat burning.  If you're ready to take the first step or a step to regular strength training, confidence, and energy, click to the STRONGER program to learn more. In this episode we'll tackle your questions about clothes with fashion historian and writer Amber Butchart. Download our learning guides: PDF | Google Slides | Transcript “Why do we have to wear clothes?” - Bhakti, 9, Australia Many people think we started to wear clothes for practical reasons of warmth and protection. “We don't have fur like other animals, so when modern humans started moving into colder parts of the world, we needed to protect ourselves somehow if it's cold and snowy. This is one answer, that we wear clothes for protection,” said Amber Butchart. Butchart is a dress historian, author and broadcaster. She studies how the clothes we wear are connected to where we live and what kind of culture we grow up in, and what time period we're growing up and living in. Butchart says, while the protection theory explains why we have to wear something—to cover our skin from the elements, there are a lot of other answers that help explain the style of clothes we wear, or don't wear. These have to do with culture and society, and ideas about modesty as well. In this case modesty means what's considered proper, broadly accepted as not being too wild or “out there.” A lot of how we dress comes down to what is considered appropriate in our current culture. “The idea is that these cultural codes built up across millennia and centuries and centuries, ideas that parts of our body should be covered up,” Butchart explained. “We have these social ideas to do with what parts of the body should and shouldn't be on display, but we also have that combined with this need, especially in colder parts of the world, for protection from the elements.” But when it comes to fashion, what you wear communicates something about you to the outside world, and clothing has gone through many changes throughout history. Another huge week in British distance running, Oliver Dustin is looking v.nicey (copyright Lucian Allison) in Nice, Dever wins the NCAA title, and Butchart sets a BMC record. Matthew Clowes been here there and everywhere (Thinks he's Will Smith from Seven Pounds), but hopefully has a plan to recovery after seeing the doc. Josh Lunn is back at peak levels of excitement following a couple of half decent sessions. If anyone wants to take over our WhatsApp chat for us then feel free, as myself and Matt don't have the time to respond to his incessant messaging. While Aaron Scott bagged his podcast head-to-head win if he simply toes the line in Leeds. He's been suffering with hayfever, and generally feeling pretty tired thanks to Dad life. No interview this week, but we will try to go in depth into a couple of listener questions, and we will be back with a big interview next week. Have a distinctly average week people, and enjoy the pod. NCAAs The week started in an exciting way when Patrick Dever won the NCAA 10,000m final in Eugene with a stunning performance. Six athletes were still in the running with 200m to go but Patrick Dever absolutely smashed the last 50 meters to finish in a winning time of 27:41.87. That puts him 15th all time in Britain and is a huge 46 seconds faster than his existing PB. Charles Hicks placed seventh and another big PB of 27:47.63 breaking Dave Bedfords British teen-best of 28:24.4 which was set in 1969. Poppy Tank made sure it wasn't just the gents setting new bests, as she ran 32:50.57 for ninth in her 10000m final. Meeting International de Nice  Revee Walcott-Nolan ran a PB of 4:06.28 to place second in the 1500m and in the mens 1500m George Mills was seventh in 3:37.00. Earlier in the week Mills had been at the WA Continental Tour Bronze meet in Prague and ran a 3:36.42 for fourth place. Eilish McColgan was racing again, running herself a 5,000m second place finish in a time of 14:55.79. She now has the Olympic qualifying time for 1500, 5000 and 10,000! In the men's 5000m it was great to see Jonny Davies clocking a fine 13:21.56, a performance hat has gone under the radar a bit this week but which was a near 10 second PB for the former European u/23 XC Champion. Mark Pearce was in action in the chase running a big PB of 8:25.43, another athlete coached by Luke Gunn delivering top results. In shorter news but absolutely the jaw-dropping moment of the week was Oliver Dustin's (Border AC) performance of 1:43.82 over 800m which secured him the title of European U20 champion and 6th place on the UK all time list. Issey Boffey was in action in the women's 800m running 2:05.53. Meeting Pro Athlé Tour de Marseille Charlie De-vall Grice cut down his distance to 800 where he clocked 1:45.63. At the same meet, Elliot Giles went the other way and ran the 1500 where he was 2nd in 3:33.80, Piers Copeland ran 3:34.62 which is his first OT, Jake Heyward continued his fine form with 3:34.63 also with George Mills running 3:36. Butchart breaks BMC best Andy Butchart put in a strong contender for performance of the night, setting a BMC record over 3000m to win his race in 7:43.57, beating Jack Rowe's PB run of 7:49.71 The men's 5000m was PBs all the way for the podium placers – it was won by U23 Isaac Akers in 13:47.31, followed by Ellis Cross in 13:50.53 and Daniel Jarvis in 13:55.02. In the B race there was a breakthrough performance from welshman Osian Perrin who was first in the u20 5000m in 13:53.20 and set a new Welsh junior record. The women's 5000m had a strong lineup of new and very experienced talent, including one Jo Pavey who took to the track for the first time in three years. With Euro u/23 places up for grabs youth won out here too though with the U23s claiming the top three spots and new PBs in the process thanks to Izzy Fry with 15:49.25, Charlotte Dannatt with 16:06.70 and Naomi Land in 16:09.13.   On the roads, The City of Norwich Half Marathon was back with Natasha Cockram winning in 1:16:31 and Norman Shreeve was the winning man running 1:08:30. In other news…. Good news from Parkrun this week, it's back in England and will restart on June the 26th. Andy Butchart is a 2016 Rio Olympic finalist, finishing 6th place in the 5000m, 2017 London World Championship finalist, finishing 8th place in the 5000m and Multiple British 5000m champion.Butchart takes us back to how he got into running as a junior and being a 1500m athlete to transitioning into the 5000m where he has had great success at European and World level.Butchart holds Scottish records over the 3000m indoors, 7m 41s and outdoors, 7m 37s, and also the 5000m a blistering 13m 06s.We talk about the benefits of altitude training and why Butchart incorporates it into his training cycle, his great relationship with Mo Farah on and off the track, his ability to stay composed under high pressure competitions, how he copes mentally with his major injuries in 2018 & 2020 and what his biggest piece of advice is for any aspiring athlete.It was great to have him on and share his journey with us.
