Dr. John Hellemans is a well know sports-medicine doctor, triathlon coach, and author based in Christchurch, New Zealand. He has coached a large number of internationally successful triathletes, and fostered New Zealand's global reputation in the sport. He has contributed to the wider sports community as a medical director for Triathlon New Zealand, Athletics New Zealand, and as a medical officer for a number of sports academies, training centres, and New Zealand triathlon teams competing at international events. In addition to his coaching, John is an accomplished athlete: He was the World Masters Triathlon Champion eight times between 1994 and 2012, and an elite triathlon representative for New Zealand at the Commonwealth Games in 1990. In this episode, Gordo Byrn explains the importance of base training, which he defines as "the ability to move for the duration of your goal event." Highlighting that athletes should focus on building general capacity before moving on to specific capacity training. He believes that many endurance athletes make the mistake of focusing too much on specific capacity training and not enough on general capacity training, which can lead to overtraining and injury. Byrn has been called the Tony Robbins in a Speedo because he is a self-help guru and an ex-pro IRONMAN athlete with seven sub-nine-hour IRONMAN finishes. Byrn is also a past winner of the Ultraman triathlon in Kona, Hawaii. He is a coach and author of the book "Going Long." He has taken about a decade off to focus on his family and is now focusing on being fit after 50. Still, the lessons he shares in the episode apply to any athlete at any age. Breaking down how Byrn uses a "5:2" training approach in combination with physiological testing to ensure he and his athletes get the most out of training and a readiness test he performs each morning and night to determine how his body manages the training load to dynamically guide subsequent workouts.
Every now and again we come across someone whose thoughts or writings completely align with our own. If this has happened to you, you'll probably recall nodding in agreement as you listen to them speak or read their article. One such individual is Gordo Byrn, a chap whose musings and blog posts I have been reading since the late 90's. He went from average age grouper in 1999 (11-hr Ironman finish) to a top long distance pro triathlete, finishing 2nd at both Ironman Canada and Ironman New Zealand. He also won the legendary Ultraman event in Hawaii and the OtillO swim/run event in Sweden. Gordo then took 10 years out of the sport to raise his children, but now he's back and aiming to find out what he can achieve as a 54-year old athlete. His project is called 1000 day pacing where he promotes the benefits of long term planning (something I've spoken about frequently in the past) rather than the current trend of trying to achieve huge goals in a few short months and dealing with the pressure this brings. We cover a whole range of topics, and Gordo shares the adjustments he's made as an older athlete, along with his wisdom on how age group athletes can best prepare for long distance events. I am so pleased to introduce a very interesting guest, my old friend Gordo Byrn. He is a prolific blogger and Tweeter on matters relating to his favorite subjects (family, fitness, and finances) and he has a wonderful newsletter I encourage you to subscribe to—Gordo Byrn's Endurance Essentials—as well as a blog called True Wealth, which is all about family, parenting, getting your priorities straight in life, being self-reflective about you spend your time, and the true meaning of wealth. Gordo has a fascinating personal story and he shares some really interesting philosophical reflections as he talks about going through career blocks as an overworked money guy, extreme endurance training, and being fit after 40 and 50. Gordo is incredibly self-reflective, so he offers a really balanced perspective when talking about his past choices, the ‘pendulum' between strength and endurance, and how to optimize and manage our (lower) energy as we get into the older age groups. We talk about parenting, aging gracefully, and adjusting athletic and lifestyle goals over time, as well as the importance of being prudent with your financial decisions and having that line up with your career path, goals, and dreams. [10:57] If you have the potential for something and enjoy the process, you can get to the top. You can learn physical skills late in life. [12:59] Teach yourself and teach your kids de-escalation and persistence. [19:30] Do the personality attributes of a competitive athlete transfer over to parenting skills? [24:42] If you are a Type A person very competitive, you may find you are competing in everything. So choose your game carefully. [32:00] Athletics can help fill the void when you feel that empty nest. Metabolic fitness is important for healthy aging. [34:50] If you are a new athlete or coming to a new sport, ignore the optimal program. It will hurt you. Think about quickness, strength, and stamina. [39:05] Running has weight-bearing bone-density benefits. [45:41] There should be a pendulum between strength and endurance. [45:41] It's not a good idea to make your body bigger than it wants to be or have too much extreme exercise. [54:36] If it is not enjoyable for you, it is too intense. Time is the ultimate asset. [59:45] When you are a big spender, you are much less wealthy than you think. [01:05:30] There is a huge percentage of people living paycheck to paycheck. They don't have the luxury of changing direction as Gordo did. A lot of our spending and goals come from the environment that we put ourselves in [01:08:55] We tend to pass our unfinished business to our children. How do we define success? You cannot make your child a champion. [01:13:39] You may not have as much influence on your kids as you hope or wish. Your actions are going to be stronger than your words. In 2023, the race will introduce an Experience distance to go along with their ÖTILLÖ merit race distance.In France, the also epic Swimrunman Laffrey (the race with the wild vertical kilometer to finish the world series distance race) and it looked like a perfect day for a super hard Swimrun. We love this race for a lot of reasons but especially because the event offers distances for all ability/desire levels from a ÖTILLÖ merit race distance all the way to a kids Swimrun. In Sweden, there were some fun local Swimrun events that took place including the Skatås Sjöar Swimrun and the Immeln Swimrun. It's so great to see these local events and it reminds us that these types of events is how the sport grows so make sure to support your local events by either signing up or volunteering.By the time this show is released, teams will have finished, or will be close to having finished, the inaugural One Water Race. This event is easily the toughest/longest Swimrun event on the planet with a total distance of 250 kms and 50 kms of that being swimming! Today's guest, Alan Couzens, has been on my target list for several months now since chatting with one of the athletes he works with, Owen Martin (podcast 125). On this week’s podcast, I’m really excited to be chatting with one of the world’s leading triathlon and cycling coaches. In 1996 Joe Friel wrote the Cyclist’s Training Bible and in 1998 he followed that up with the Triathlete’s Training Bible. Joe has been instrumental in the development of Training Peaks as the world’s number one online training diary platform (now run by his son, Dirk Friel) and to this day travels the world sharing his coaching philosophy and inspiring the next generation of coaches, including myself. Subscribe via iTunes Dan Dungan At Ironman Texas Dan Dungan started racing triathlons in 1999 with the Memphis and May. His first Ironman was in 2000. Going into 2014 he had started 20 Ironmans, finishing 17, but had never qualified for Ironman Hawaii. He was persistent in his training, he learned each year, and at Ironman Texas in 2014 he took another shot at qualifying. Dan and I discussed his progression over the years, the lessons learned, and his strategy for Ironman #21. He’s consulted with Gordo Byrn for several years and continued to modify his approach. At age 57 he was racing in the 55-59 age group and the expectation, which wouldn't be confirmed until the morning after the race, was that there would be just two Ironman Hawaii spots in his age group. In his previous 3 Ironmans he had a third place and two fifth places in his age group, and the gap between his time and the time required to qualify was narrowing. As a weak swimmer he decided to do a major swim block in early 2014. For 6 weeks he averaged 20,000 yards in the pool. To accommodate the higher volume he wisely backed off on intensity for many of his workouts. He also modified his nutrition plan for this race, going with less calories than normal (250 per hour on the bike). His strategy was to push the first couple hours of the bike, anticipating a tailwind. His goal was 180 watts for the early part of the race. Coming back into the headwind he was shooting for 165-170 watts. On this run his goal was to keep the first 3 miles easier, and then bump up the effort to little faster than his average goal pace. His planning all paid off as he finished second in his age group and earned a spot to Hawaii. He finished in 10:32:22 with splits of 1:12:46/5:18:41/3:52:03. He was 16 minutes out of first and 17 minutes ahead of third place.
Subscribe via iTunes Eric: “What was your rationale for going so many years without being tested for VO2 Max?” Gordo: “It doesn’t matter. All you are going to do is give yourself an excuse not to try. It does not matter. Your genetics don’t matter. That’s completely my story.” Gordo I interviewed Gordo Byrn, co-author of Going Long, and a seven time sub-9 hour Ironman finisher, including an 8:29 for a second place finish at Ironman Canada. Gordo also won Ultraman in Hawaii. Gordo went from full time finance guy to not-so-fast triathlete to the elite level by doing a LOT of work (understatement). Gordo hasn’t raced seriously in several years, but he continues to stay fully involved as a coach (EnduranceCorner.com). Most of the interview covered Ironman distance training and racing, but much of our discussion provides useful information for all types of racing. Here are some of the highlights. Ironman Cycling Calorie Race Requirements Race time, size, and the ability to use fat for fuel will all affect calorie requirements for an Ironman. A powermeter will show you kJs (kilojoules) produced during a ride.. As a starting point, Gordo suggests eating ½ of kJ output on the bike. For a 200 watt ride, that equates to 720 kJs and a 360 calorie requirement/hour. Gordo ate up to 600 calories/hour. It’s the highest he’s seen anyone pull off and equal to that of Scott Molina and Mark Allen. Gordo’s output was 1000kJ/hour so he was at eating at 60% of workload. 1 kJ= roughly 1 calorie burned. Pacing Pacing is key to Ironman success and it’s easy to get wrong because of poor planning or because perceived effort is low despite a high workload. Extra energy put into the swim results in only a few seconds per 100 gained, but if that energy is saved it can pay big dividends later in the race. The early part of the bike for Gordo was all about settling his heart rate and fueling. Gordo rode an Olympic distance triathlon at 160bpm. The first time he ever went sub 9 in an Ironman his HR was under 130 for a lot of the first 2 hours. The beginning of the run should feel slow. Swim Test Using a heart rate monitor, get a feel for pacing and perceived effort in open water with 5 loops in this pattern: easy, steady, moderately hard, all out, then steady for the final loop. Look at the pace difference between those 100s. Many people will find the first loop is their fastest, and they will realize they have no sense of pace in open water. Train the ability to hold back on the swim. Go to 3 stroke breathing - right/left/right breath, left/right/breath. This will put a governor on your intake which will limit your pace. In open water with pace data you’ll see that working 20-25 bpm more intensely on the swim might buy you 1-2 seconds/100. Compare it to running, if you can run 2-3 zones high starting in the middle of the marathon the return to your race is massive. Benchmarking your swimming http://www.endurancecorner.com/library/swimming/benchmarking_your_swimming Bike pacing Take a recent half ironman where you ran well, and take average heart rate for the bike. Use that as the heart rate ceiling for the Ironman bike. Gordo rides Olympic at 160, Half IM at 150. His Ironman heart rate cap is 150. On flats he is usually under 140. Long Weekend Training More details from Gordo here For a less experienced IM athlete Friday: swim Saturday: swim, 100 mile bike and 10k run - use bike data from the 100 mile bike and use it as the ceiling. If you don’t do the swim do a 120 mile bike. Sunday: easier day Monday: long run Your best performance on the longest days provides a ceiling that you shouldn’t go over on race day. Episode 59 Ironman Talk - 9th of May 2007In this weeks show:Gordo on PowerWe have an amazing interview with Gordo Byrn on the subject of Power. He covers all the question that you want answered on this topic. Gordo is one of the best thinkers in the world of Ironman triathlon. Instead of me writing up a piece on him I’ve taken his own write up from his coaching page on this website. It gives you some insight into his thinking as a coach. Here it is: Following five years of general endurance training, I completed my first Ironman in 1999 (11:06). Since that time, I’ve completed fifteen Ironmans and won the Ultraman World Championships. The most satisfying aspect of my recent race performance has been the consistency of results (my last six Ironmans all being completed under 9 hours).I have three things that I believe are essential to making progress in athletics: consistency, recovery and the right mental attitude. I believe very strongly that the last item in that list is by far the most important. I do a lot of work training my mind. The next most important is recovery. About half of the long distance athletes I know spend their lives on the edge of, or slightly over, the overtraining abyss. I believe this is the most overlooked aspect of superior performance. Finally, I believe that consistent work, rather than hard work, is what reaps the most dividends.I work with no more than six athletes at a time. This ensures that every athlete on my roster gets a large “share of mind?.Over the years, I’ve worked with a wide range of athletes (men, women, elites, agegroupers). I’ve found that I am most effective with athletes that are able to train alongside me (personally or at Epic Camps).I’ve been fortunate to train and study under the leading coaches in our sport – Scott Molina, John Hellemans, Dave Scott and Joe Friel. (Breather) My good friend and old-time triathlon colleague Gordo Byrn writes a brilliant blog/email newsletter with concise and thoughtful essays confined to three subjects of his expertise and passion: Fitness, Family, and Finances. He says, “Middle age is going better than I expected. Why? Because choices that I made when I was younger have been replaced by a lifestyle that is a better fit for where I want to take myself.” He also notes that you’ll start to notice a change in how you respond to training once you hit your mid-40’s. He cautions people to be aware that a sustained tempo will “gobble up” your energy, leaving you absolutely spent for other aspects of your life. Gordo says, “Letting go of deep fatigue enabled me to re-establish consistency, which was being shot to pieces by minor injuries, slow recovery, illnesses, and low motivation...All of which stem from giving myself more load than I could absorb.” Try asking yourself the following three questions if you also struggle with this problem: * Where is this likely to take me? * What is my goal here? * Is there a better way to achieve my goal? Gordo pushes us to expand our lives beyond athletics, and also remove whatever it is that’s messing with your sleep patterns. *Victory and Vanity* “How are you going to feed that part of your personality that craves recognition, thrives in adversity, and wishes to dominate others?” Gordo asks. He also brings up a good point: have you ever considered what is driving your desires? He recommends we look deep within ourselves to find the answer and adopt a new perspective on getting recognition for our pursuits. He repeats his “endurance mantra,” which is: “ Many people would like the ability to do this, right now.” He also adds that if you want to change your motivation, then simply change your location! All you have to do is remove the “friction” between your current habits and the kind of life you really want to lead, and focus on doing activities that can actually help (instead of hinder) your future self.
