If you haven't got it on your phone already, where have you been?!   IRONMAN Arizona Pro Men A dominant winner at IRONMAN Wales and a career-best fifth at the IRONMAN World Championship suggests that Great Britain's Joe Skipper will arguably start as favourite, in what is a deep start list in Tempe. Big races in September, October and November might be considered sub-optimal for many, but based on history at least, there's little reason to believe that the Brit won't be physically and mentally ready to perform at his best, once again.   Looking back to 2019 for example, sixth in Kona was followed just over three weeks later by a fantastic victory at IRONMAN Florida, capped off with a 2:39 marathon. Success in back-to-back racing has proven to work for the six-time IRONMAN champion time after time. Even last year, he was totally dominant at IRONMAN Chattanooga, three weeks after second place IRONMAN Switzerland. He put on a brilliant show at the IRONMAN 70.3 World Championship, taking a second silver medal at the championship. Strong across all disciplines, he should be at the front of the race for much of the day.   Ben Kanute 2nd at IRONMAN 70.3 World Championship 2022 Photo: Patrick McDermott/Getty Images for IRONMAN When you then add Matt Hanson, Chris Leiferman, Kristian Hogenhaug, Bart Aernouts, Justin Metzler and plenty more into the mix, then the way that racing has been going over the last few years, you have to think that the course record figures of Lionel Sanders (7:44:29 from 2016), will be under threat.   You can be sure that Great Britain's Andrew Horsfall-Turner will be pushing the pace in the water from the get-go – and with Kanute likely wanting to be a part of that too, that would benefit the man from Wales too.   Pro Women The USA's Skye Moench (#10) is the PTO's top-ranked female professional set to race in Tempe, a race where she has previously finished 11th (2016) and fourth (2018). A winner this year at Eagleman 70.3 and IRONMAN Lake Placid, the two-time Olympian now juggles triathlon alongside being a mother and studying.   Entering Arizona with a, ‘one race, one win' history over the distance after her debut performance at IRONMAN Lanzarote, Great Britain's Lydia Dant has made rapid progress inside her first year in the Pro ranks. On the bike in particular – aided by her skills as a bike fitter – Lydia has excelled, and will be looking to make progress on that fast roads of the IRONMAN Arizona course towards the front of the race, once out of the water.   Lydia Dant - IRONMAN Lanzarote 2022 finish Photo Credit: James Mitchell for Club La Santa After finishing 10th (St George) and 12th (Kona), you can't write off the podium prospects of the consistent Maja Stage Nielsen (DEN) either. The Dane is really consistent across all three disciplines. Jen Annett (CAN) has taken second place this year at both IRONMAN Des Moines and IRONMAN Mont Tremblant, and so is another athlete sure to be chasing the podium positions in the late stages.   You can find the full start list here.   Recent IRONMAN Arizona Pro winners 2019: Sara Crowley (AUS) – Pro women only race 2018: Eneko Llanos (ESP) / Heather Jackson (USA) 2017: Lionel Sanders (CAN) / Kaisa Sali (FIN) 2016: Lionel Sanders (CAN) / Meredith Kessler (USA) 2015: Lionel Sanders (CAN) / Meredith Kessler (USA)   Prize Money: What's on the line? The prize purse on offer this weekend is $100,000 – with each of the winners collecting a $15,000 share of that total.   In addition to money, there will be a total of four qualifying slots (two MPRO* / two FPRO) for the IRONMAN World Championship in Hawaii, 12 and 14 October 2023. A valuable opportunity to get the KQ box ticked well in advance.   (* Note – Joe Skipper is already qualified by virtue of his victory at IRONMAN Wales).   The total funds will be paid ten-deep, as follows: $15,000 $9,000 $7,000 $5,000 $4,000 $3,000 $2,500 $2,000 $1,500 $1,000   Of course, thanks to the formation of the Professional Triathletes Organisation, financial rewards from performance are not solely from on-the-day performances, and this is one of the few 2022 races remaining to improve your ranking.   The PTO World Rankings will see a total of $2million awarded at the end of 2022, based up on the final standings in those points tables. The rewards there can be substantial, with a move up or down the rankings system potentially earning you more than any individual event.     Odyssey Alcatraz Swim this Saturday   Have you always wanted to swim from Alcatraz? You're not alone. Swimming from Alcatraz is one of the most famous, desirable, and enjoyable open water swims (wild swim) in the entire world. Despite lore that swimming from Alcatraz is dangerous, for experienced swimmers with proper support, swimming from Alcatraz can be safe and fun.   Odyssey Open Water Swimming offers a wide range of open water swims, including the world-famous Odyssey Alcatraz swim. Each swim is led by coaches and guides, and swim support is available on-hand to assist with exiting the water if needed.     2023 Alcatraz Swims: May 13, June 17, June 24, July 22, August 5, and November 4 Note: All swims are pending US Coast Guard approval. In the event that Coast Guard approval is not given for a swim, participants will be refunded in account credit.   Come join us for the ultimate Bay Area open water swim!   This event is not a race -- just a friendly swim in an exciting, safe, and comfortable environment. It is a great opportunity for those training for similar events, including the Escape from Alcatraz Triathlon, or people who just want an unforgettable, world-famous swimming experience!   The Alcatraz swim is an approximately 2-mile swim from Alcatraz Island to the St. Francis Yacht Club in San Francisco. We will occasionally swim to San Francisco's Ferry Building, which takes the swimmers east instead of west, but is comparable in terms of difficulty. Check the registration site for specific course info. Regardless of course, this swim is for relatively strong swimmers. Before taking on Alcatraz, you should be able to do this distance in a pool (140 lengths of a 25-yard pool) or during our regular group open water swims in Berkeley without stopping. Feel free to contact us if you're not sure if you are up for it.   Alcatraz swims are $245 per event. There is a $50 late registration fee within one month of the swim. In addition to the swim itself, registration includes an event t-shirt, an Alcatraz Swim sticker, and a yellow silicone Alcatraz swim cap.   All Alcatraz swims will take place in the morning, usually meeting in San Francisco between 5 and 8am. To improve our endurance, we want to be more efficient at an aerobic intensity. To improve our speed, we want to have a higher anaerobic capacity. Besides doing "field testing" like the Swim CSS, Bike FTP and Run TT, one scientific way to test is how well the body processes muscle lactate. If you've ever done a Lactate Threshold Test (LTT), here's how the test administrator interprets the lactate measurement to determine your training zones.   The LTT is performed by starting the athlete a warmup at a very easy intensity. We'll use the run discipline for this example. The athlete will walk on a treadmill for 10 minutes before starting the test and once the test starts, the intensity is increased every 2 minutes. At the beginning of the 10 minutes, the test administrator takes 4 metrics - pace, rate of perceived exertion (RPE), heart rate (HR) and lactate millimoles per liter of blood with a blood sample and lab kit. The lactate compared to the pace is the primary metric and the HR and RPE are secondary but useful to confirm and interpret the data. The administrator takes those same 4 metrics at the end of the 10 minutes and every 2 minutes there after. Every 2 minutes the treadmill pace is increased by 30 seconds of pace (11:00, 10:30, 10:00, 9:30 and so on).   There are two key inflection points the test administrator is looking for. When the intensity is increased and the lactate level remains the same as the previous level means that the subject athlete is predominantly aerobic (zones 1-2). When the lactate level increases and levels out after each increase the athlete is in between aerobic and anaerobic (zone 3). Garmin has released the Varia RCT715, a new version of its tail light that features a high-definition camera to record any incidents out on the road.   The Varia RCT715 features the same radar technology as its predecessors. When paired with a Garmin bike computer or smartwatch, the Varia will alert users to vehicles approaching from behind up to 140m away. Garmin says the device can be paired with selected cycling apps such as Ride with GPS. This will enable users to overlay maps with the radar notifications.   Garmin claims the Varia RCT715's tail light can be seen up to one mile away in daylight. The camera records continuously and will save footage if an incident is detected. Garmin says the Varia's camera will “capture sharp, clear footage” at up 1080 pixels and 30 frames per second.   The camera will record constantly when the Varia is in use. If an incident is detected, via Garmin's Incident Detection feature, the camera will automatically save footage from before, during and after the event. According to Dan Bartel, Garmin's vice president of global consumer sales, this is to provide users with evidence of an incident “should they ever need it”.   However, the camera also provides more recreational functions, in line with how you might use a GoPro. Via the Garmin Varia app, users can access the video footage, transfer files and customise the camera's settings, to do things such as overlay data, including speed and location.   Garmin says the use of the camera will be prohibited or regulated in some jurisdictions, adding that it is the responsibility of the user to know and comply with applicable laws and rights to privacy. While Garmin has added a camera to the Varia, it has retained the radar and tail light functionality of the device.   Like the previous Garmin Varia RTL515, the radar on the new version will still detect and alert users to vehicles approaching from behind to the same distance of 140m.   Similarly, the tail light on the new version is said to be visible up to one mile away in daylight, which is the same as the Varia RTL515. But while the RTL515 has a claimed battery life of up to 16 hours, the RCT715 has a shorter claimed battery life.   The Varia RCT715's battery life is said to be up to four hours with radar and the tail light on ‘solid high' or ‘night flash', and up to six hours with the light flashing. The reduction in battery life is presumably because the camera is recording continuously.   Why Running at Night Feels Harder An interesting new study by researchers at Sweden's KTH Royal Institute of Technology, working with the Swedish military and colleagues in Slovenia. They'd noticed that soldiers on night marches seemed to burn more energy than would be expected from the physical demands of the mission, especially when wearing night-vision goggles that restrict peripheral vision. They wondered whether not being able to see forced the soldiers to alter their strides, sacrificing efficiency for stability, so they decided to test this theory.   The new study, published in the European Journal of Applied Physiology, had 15 volunteers do a series of ten-minute treadmill walks in four conditions: with and without a 56-pound pack, and with and without a blindfold on. The treadmill was set at a comfortable pace of around 30 minutes per mile, with a laser warning system to alert them if they were about to fall off the back of the treadmill.   The results showed that oxygen use (a proxy for energy consumption), breathing, and heart rate all increased substantially when wearing the heavy pack, as you'd expect. The surprise was that they increased by nearly the same amount when adding a blindfold. Here are the graphs of those three parameters, with (circles) or without (squares) the blindfold:   If you compare the circles on the left (i.e. blindfolded with no backpack) to the squares on the right (i.e. not blindfolded with a backpack), you see they're almost the same. In other words, walking with a blindfold takes as much extra effort as walking with a 56-pound pack. To be precise, the backpack increased oxygen consumption by 20 percent, while blindfolding increased oxygen consumption 19 percent.   The explanation for this effect seems to be that the subjects adjusted their strides when blindfolded: their steps got 11 percent shorter and 6 percent wider, and they also lifted their feet 18 percent higher. Bear in mind that this is on a perfectly flat treadmill, so there are no bumps or potholes to avoid: this is just an instinctive response. It's also worth noting that the effect probably isn't just because they're unfamiliar with the challenge of walking while blindfolded: a similar test of blind subjects found that they burned about 25 percent more energy while walking than sighted controls.   Of course, being blindfolded is significantly more disruptive than wearing night goggles, or simply being out at night in poorly lit conditions. That means the size of the effect is probably exaggerated. And walking is different from running. But it seems reasonable to assume that similar mechanisms are at work when you're running in the dark—along with other, more subtle mechanisms like optic flow, which is the pattern of objects flowing through your vision as you move through space.   When you're running or cycling in the dark, you can only see objects that are relatively close to you. That means that they appear in your field of vision only briefly before disappearing behind you, which corresponds to faster optic flow than you'd experience in daylight. A few previous studies, most notably those by Dave Parry and Dominic Micklewright of the University of Essex, have tried manipulating optic flow in virtual reality setups, making the scenery fly past more quickly or slowly than the speed of the treadmill or exercise bike. Sure enough, when optic flow is faster—as you'd experience in dark conditions—you feel like you're moving faster, and any given pace feels harder.   There's an interesting corollary to these findings about optic flow, as Parry explained to Runner's World's Scott Douglas back in 2012. “Running in an environment where most of the visual reference points you can see are close by, you experience a greater sensation of speed than when in an environment where your reference points are far away,” he said. That means running through a forest or through city streets will likely feel faster than running across an open field.   Ever since reading about those optical flow results, I've dismissed the gap between my actual and perceived pace during night runs as a quirk of how my brain estimates effort. During most of my runs, that gap doesn't matter—but if I'm trying to do a tempo run or hard workout before sunrise, the slower pace can be a bummer. So I'll take the new Swedish results as reassurance that night running might really be physiologically harder, not just a brain error—and if that's what it takes to avoid tripping in the dark, I'll accept the trade-off.   What's New in the 303:   Ragnar Snowmass RUN. Via the Garmin Varia app, users can access the video footage, transfer files and customise the camera's settings, to do things such as overlay data, including speed and location.   Garmin says the use of the camera will be prohibited or regulated in some jurisdictions, adding that it is the responsibility of the user to know and comply with applicable laws and rights to privacy. While Garmin has added a camera to the Varia, it has retained the radar and tail light functionality of the device.   Like the previous Garmin Varia RTL515, the radar on the new version will still detect and alert users to vehicles approaching from behind to the same distance of 140m.   Similarly, the tail light on the new version is said to be visible up to one mile away in daylight, which is the same as the Varia RTL515. But while the RTL515 has a claimed battery life of up to 16 hours, the RCT715 has a shorter claimed battery life.   The Varia RCT715's battery life is said to be up to four hours with radar and the tail light on ‘solid high' or ‘night flash', and up to six hours with the light flashing. The reduction in battery life is presumably because the camera is recording continuously.   Why Running at Night Feels Harder An interesting new study by researchers at Sweden's KTH Royal Institute of Technology, working with the Swedish military and colleagues in Slovenia. They'd noticed that soldiers on night marches seemed to burn more energy than would be expected from the physical demands of the mission, especially when wearing night-vision goggles that restrict peripheral vision. They wondered whether not being able to see forced the soldiers to alter their strides, sacrificing efficiency for stability, so they decided to test this theory.   The new study, published in the European Journal of Applied Physiology, had 15 volunteers do a series of ten-minute treadmill walks in four conditions: with and without a 56-pound pack, and with and without a blindfold on. The treadmill was set at a comfortable pace of around 30 minutes per mile, with a laser warning system to alert them if they were about to fall off the back of the treadmill.   The results showed that oxygen use (a proxy for energy consumption), breathing, and heart rate all increased substantially when wearing the heavy pack, as you'd expect. The surprise was that they increased by nearly the same amount when adding a blindfold. Here are the graphs of those three parameters, with (circles) or without (squares) the blindfold:   If you compare the circles on the left (i.e. blindfolded with no backpack) to the squares on the right (i.e. not blindfolded with a backpack), you see they're almost the same. In other words, walking with a blindfold takes as much extra effort as walking with a 56-pound pack. To be precise, the backpack increased oxygen consumption by 20 percent, while blindfolding increased oxygen consumption 19 percent.   The explanation for this effect seems to be that the subjects adjusted their strides when blindfolded: their steps got 11 percent shorter and 6 percent wider, and they also lifted their feet 18 percent higher. Bear in mind that this is on a perfectly flat treadmill, so there are no bumps or potholes to avoid: this is just an instinctive response. It's also worth noting that the effect probably isn't just because they're unfamiliar with the challenge of walking while blindfolded: a similar test of blind subjects found that they burned about 25 percent more energy while walking than sighted controls.   Of course, being blindfolded is significantly more disruptive than wearing night goggles, or simply being out at night in poorly lit conditions. That means the size of the effect is probably exaggerated. And walking is different from running. But it seems reasonable to assume that similar mechanisms are at work when you're running in the dark—along with other, more subtle mechanisms like optic flow, which is the pattern of objects flowing through your vision as you move through space.   When you're running or cycling in the dark, you can only see objects that are relatively close to you. That means that they appear in your field of vision only briefly before disappearing behind you, which corresponds to faster optic flow than you'd experience in daylight. A few previous studies, most notably those by Dave Parry and Dominic Micklewright of the University of Essex, have tried manipulating optic flow in virtual reality setups, making the scenery fly past more quickly or slowly than the speed of the treadmill or exercise bike. Sure enough, when optic flow is faster—as you'd experience in dark conditions—you feel like you're moving faster, and any given pace feels harder.   There's an interesting corollary to these findings about optic flow, as Parry explained to Runner's World's Scott Douglas back in 2012. “Running in an environment where most of the visual reference points you can see are close by, you experience a greater sensation of speed than when in an environment where your reference points are far away,” he said. That means running through a forest or through city streets will likely feel faster than running across an open field.   Ever since reading about those optical flow results, I've dismissed the gap between my actual and perceived pace during night runs as a quirk of how my brain estimates effort. During most of my runs, that gap doesn't matter—but if I'm trying to do a tempo run or hard workout before sunrise, the slower pace can be a bummer. So I'll take the new Swedish results as reassurance that night running might really be physiologically harder, not just a brain error—and if that's what it takes to avoid tripping in the dark, I'll accept the trade-off.   What's New in the 303:   Ragnar Snowmass RUN. My dear friend, Rajiv Srinivasan, is back by popular demand after inspiring all of us to read more on Episode 23. Rajiv is a Global Client Director at LinkedIn and the Chief Reading Officer at 99pages, which we get into on this episode. Rajiv was on the Dean’s List at West Point and graduated in the Top 5% of his class in 2008. He also earned an MS in Applied Mathematics from Columbia University and his MBA from Wharton.  His amazing wife Chelsea is also a Wharton graduate. After graduating from West Point in 2008, Rajiv deployed to Afghanistan as a platoon leader.  In Afghanistan, Rajiv did over 300 combat patrols and was awarded the Bronze Star Medal and received the Combat Action Badge.  Rajiv transitioned out of the military in 2013 and moved to Silicon Valley, where he was part of the Founding Team at Morta Security, a cyber security company that was acquired by Palo Alto Networks in 2013.  After Morta was acquired, Rajiv became a Enterprise & SLED Account Manager at MobileIron. In 2016, Rajiv became a Global Account Manager at VMWare. Rajiv is also an Eagle Scout, avid snow skier (you’ll hear him talk about a scary incident he had in Lake Tahoe), musician (he plays guitar, ukulele, piano, and is a vocalist), he has climbed Mount Kilimanjaro, has completed the NYC Marathon, the Marine Corps Marathon, and the Escape from Alcatraz Triathlon.  Rajiv has also been a contributor for the New York Times and TIME on military and veteran issues.  Rajiv is someone that has inspired me ever since we met at West Point in 2005.  In this interview, we dive into what Rajiv has been reading, his motivation for starting 99pages and what it is all about, his views on leadership, and we finish with a fun lightning round of questions. But for someone who’s ran the NY Marathon, climbed the Colorado 14er, hiked the Inca Trail and completed the Escape from Alcatraz Triathlon for fun, just helping entrepreneurs is not enough. Following her passion for criminal justice and leveraging her vast network in San Francisco, she helped manufacture a strategic partnership between The Last Mile, the Chan Zuckerberg Foundation, other philanthropists and government agencies to create a better pathway for incarcerated women in Oklahoma by teaching them how to code. Elizabeth describes herself as a mom to two boys (three if you count her husband Chris), Personal Assistant to two dogs, a runner and a terrible tennis player. SHOW NOTES Dr. Tom Fletcher shares some of his observations about hip pain in endurance populations. Runners, cyclists and triathletes will be interested in this podcast session. Tom and I met years ago, working at an Ironman Triathlon. He is a triathlon junkie himself and is a great example of a treating doctor who gets into the culture of his patients. He practice in Sandy UT, just outside of Salt Lake City. Some of the topics we go into are: Hip Flexor Tightness Upper Quad Tightness Muscle Strains Hip Impingement Hip Labrum Tears Corrective Exercise And what day is the best to have a long ride in Utah. I’ve known Dr. Tom for years. As you will be able to tell on the podcast we have fun chatting. Dr. Tom Fletcher’s Bio: Dr. Tom Fletcher was raised in the Salt Lake Valley with his two brothers by his parents. He attended Brighton high school where he was involved with Rugby and as many Lake Powell trips as possible. After high school Tom moved on to the University of Utah. While at the University of Utah, Tom met his wife Delilah and continued his love for team camaraderie and athletics. It was not till Tom had nagging rugby injuries in college that he then sought out chiropractic care. The rest, as they say, is history. Tom attended Palmer College of Chiropractic West in San Jose, California. While in California, Tom excelled in academics and patient care for a variety of conditions. He was able to further his education by attending post-graduate programs such as Active Release Technique, Graston Technique, and HandsOn Muscle Therapy. California also offered the unique opportunity for Tom to volunteer in many events as a student intern. These events included: Escape from Alcatraz Triathlon, Cal Bearathon Triathlon, Bay Area 24-Hour Bike Race, Nami Walk for Multiple Sclerosis, Los Gatos Ballet, and many more. California also helped Tom develop his love for triathlon. During his first race he thought his lungs were going to explode as he climbed the Berkeley hills. Since then Tom has tried to compete in as many races as time allows. Races such as Stanford Treeathlon, Cal-Poly Triathlon, Wildflower Triathlon, Cal Bearathon, and the San Francisco Marathon to name a few. Upon returning to Utah Tom has continued his athletic and post-graduate academic goals by working with chiropractic mentors to improve his skills in patient-based care. Tom has also had the unique opportunity to work with fellow Ironman triathlon doctors. One of Tom’s proudest accomplishments is being on staff with fellow IRONMAN doctors at the IRONMAN World Championship in Kona, Hawaii, IRONMAN Coeur D’Alene, and IRONMAN Arizona. Founder and CEO of Fit4D, David Weingard David is a diabetes patient who was diagnosed with Type 1 diabetes at the age of 36 while training for a survival race. A veteran of numerous running and triathlon races (including Ironman triathlons consisting of a 2.4M swim, 112M bike and 26.2M run), David committed to rebuild his life and provide positive energy to the diabetes community while coping with the condition on a 24/7 basis. Beginning with shorter races, he gradually learned how to successfully race triathlons with diabetes and within a year, completed the famous Escape from Alcatraz Triathlon in San Francisco Bay.  He then began racing Ironman triathlons again – though this time, working through the delicate balance between insulin, food, nutrition and exercise. Through these races, David has fundraised extensively on behalf of the Juvenile diabetes Research Foundation's (JDRF) New York City Chapter. David's personal experience receiving meaningful education and support from a Certified Diabetes Educator (CDE) sparked the idea for Fit4D to leverage technology to scale the patient reach of adherence and outcome improvement programs for pharmaceutical, payer and provider organizations.   In 2008, David left Microsoft to found Fit4D, building on his career as an executive in the technology sector.   As the founder and CEO of Fit4D, David received the PM360 Elite Entrepreneur award for transforming the diabetes landscape. Under David's leadership PM360 also named Fit4D one of the top innovative healthcare startups in 2015, while ePharma named Fit4D its 2016 audience winner of the Disruptive Technology Showcase and Innovations Challenge.  David is transforming the diabetes landscape and improving people's health in the real world every day. He has also impressed me with his athletic ability. I have seen his many pictures of the long distance bike rides around the San Francisco bay area. I have heard him talk about his exploits and adventures. Most recently I learned that he completed his second Escape from Alcatraz Triathlon in San Francisco.   If you are not familiar with Alcatraz Island, you should check it out HERE. I have used it successfully as well and highly recommend it. He also strongly recommends remembering to bring your lubricants.  He uses Triglide or Body Glide. Listener Kelly asks:  I know you so appreciate my questions, so here goes.....I have a couple of girlfriends doing the Beach Body INSANITY workout and they are trying to get me on board...I was thinking no way since I'm training for a marathon, but as I started thinking more, perhaps it's fine to supplement with my running program....What do you think and/or know about this program? Listener David asks: My wife does not drink enough water.  She admit to this as well fails to drink water from a lack of thirst.  She has a history of kidney stones, and so her need to drink more water is evident.  Her dad who I bike with regularly, also does not drink much water.  He hardly ever brings two bottles on a ride even when the ride exceeds 50 miles.  Do some people just not get thirsty?  Can this be healthy and could there possibly be an underlying reason for their lack of thirst?  If so, do you have any methods to "re-thirst" and re-hydrate perhaps?  Love the show.  Thanks for your time.
