Stan Efferding is an icon of bodybuilding, powerlifting, and elite evidence-based coaching.Stan returns with his unique ability to interpret cutting-edge research and combine it with decades of real-world experience coaching athletes at every level. We discuss:• Whether you actually need to be in a calorie surplus to build muscle• How large a calorie surplus should be if the goal is maximizing muscle while minimizing fat gain• Whether the traditional “dirty bulk” is finally dead• Why gaining weight faster does not necessarily mean gaining muscle faster• Which populations may still benefit from more traditional bulk-and-cut cycles• How bodybuilding and fitness influencers have distorted expectations around realistic rates of muscle growth• The impact of performance-enhancing drugs on what people believe is naturally achievable• What is really happening with so-called “hardgainers”• Why increases in NEAT can make gaining weight surprisingly difficult for some people• Practical strategies for eating more when gaining weight is the goal• Whether people starting at a higher body-fat percentage should get leaner before focusing on maximizing muscle growth• Insulin resistance, body composition, and recomposition• What matters more for muscle growth: nutrition or mechanical tension?• Why training provides the signal and nutrition supports the adaptation• Why simply consuming more protein cannot compensate for inadequate training• Mechanical tension and what actually drives hypertrophy• Effort and effective rep ranges• Training volume and time efficiency• Where diminishing returns begin with additional training volume• Minimum effective volume versus maximizing muscle growth• Why more exercise does not automatically produce more weight loss• Common mistakes people make when using exercise for fat loss• The role of cardio in weight management• Why cardio calories are more complicated than simply reading the number on a machine• How to reconcile step counts, structured cardio, and energy expenditure• Why exercise needs to be enjoyable enough to sustain• And much moreFollow Stan on Instagram:@stanefferdingCHAPTERS01:47 Do You Need a Calorie Surplus to Build Muscle?05:41 Training Matters More Than the Surplus09:24 PEDs and Unrealistic Muscle-Growth Expectations14:36 Hardgainers, Appetite, and NEAT18:02 Practical Strategies to Eat More29:55 Training Beats Simply Eating More Protein31:18 Mechanical Tension Explained32:48 Effort and Effective Rep Ranges33:22 Training Volume and Time Efficiency36:35 Diminishing Returns From More Training39:21 High-Volume Training Anecdotes42:20 Minimum Effective Training Volume44:34 Exercise and Weight-Loss Mistakes52:43 Make Exercise Enjoyable53:48 Reconciling Steps and Structured Cardio55:57 Final Thoughts and Where to Find StanSUPPORT THE SHOWIf this episode helped you better understand nutrition, muscle growth, training volume, or fat loss:• Subscribe and check out more episodes• Share the episode on social media and tag @andrewcoatesfitness• Send it to someone who still thinks building muscle requires eating everything in sightFOLLOW ANDREW COATESInstagram: @andrewcoatesfitnesshttps://www.andrewcoatesfitness.comPARTNERS AND RESOURCESRP STRENGTH APPUse code COATESRP:https://www.rpstrength.com/coatesJUST BITE ME MEALSUse code ANDREWCOATESFITNESS for 10% off:https://justbitememeals.comMACROSFIRST — FREE PREMIUM TRIAL• Download MacrosFirst• Begin setting up your account• When asked, “How did you hear about us?” enter: ANDREWKNKG BAGS — 15% OFFhttps://www.knkg.com/Andrew59676VERSA GRIPPShttps://www.versagripps.com/andrewcoatesTRAINHEROIC — FREE 90-DAY TRIAL• Visit: https://www.trainheroic.com/liftfree• Reply to the email you receive or email trials@trainheroic.com• Let them know Andrew sent youL1 BIOMECHANICS AND ASSESSMENT COURSEUse code COATES:https://pro.activelifeprofessional.com/assessmentworkshopevents

What if losing weight is actually making your metabolism worse? JJ Virgin has spent more than 40 years studying nutrition, fitness, and metabolism. She's a four-time New York Times bestselling author who has helped millions of people lose fat, build muscle, and improve their health. And she believes we've been taught to think about weight loss completely wrong. In her new book, The Metabolism Fix, JJ explains why getting lighter doesn't necessarily mean you're getting healthier. Losing the wrong kind of weight can leave you weaker, slow your metabolism, and make it easier to regain fat. So why does metabolism seem to slow as we get older? Why can dieting repeatedly make the problem worse? Is cardio actually helping you lose body fat? And what are GLP-1 medications really doing to your muscle? JJ also explains why the number on your scale may be one of the least useful ways to measure your progress, and what you should be paying attention to instead.. Can You Build Muscle While Losing Fat? The Science of Body Recomposition

Vanessa breaks down the biggest takeaways from her conversation with Dr. Sara Oikawa, including what the research says about losing body fat while preserving—or even gaining—lean mass. A major focus is a tightly controlled body recomposition study in which young men followed a 40% calorie deficit while completing intensive resistance and interval training. The group consuming 2.4 g/kg of protein per day actually gained lean mass while losing fat, while the lower-protein group maintained lean mass. Vanessa explains why resistance training was likely the most important signal, how higher protein intake may support muscle preservation during a deficit, and why body recomposition depends on much more than calories alone. Vanessa also recaps Dr. Oikawa's step-reduction research, where older adults reduced their activity to just 750 steps per day. Even while consuming a high-protein diet, participants still lost lean mass—highlighting why protein cannot completely replace the stimulus of muscle contraction. Another major focus is protein quality. Vanessa breaks down research comparing whey protein isolate and collagen peptides, why they do not produce the same muscle protein synthetic response, and why simply counting total grams of "protein" may not tell you whether you are getting enough essential amino acids to support muscle. They also explore how aging, energy availability, periods of inactivity, illness, surgery, and aggressive calorie restriction can influence muscle loss and recovery.

How much do you actually need to eat above maintenance to maximize muscle growth? And once you're eating enough to support hypertrophy, does pushing calories even higher build more muscle, or simply make you gain body fat faster? In Part 2 of my Intermittent Modified Fasting series, I'm joined once again by Lyle McDonald to move beyond using IMF strictly as a fat-loss strategy and explore how some of these concepts can be applied across different phases of physique development. We start with one of the most debated topics in evidence-based bodybuilding right now: how large of a calorie surplus is actually necessary to maximize muscle growth?Lyle and I break down the research comparing different surplus sizes, realistic rates of muscle gain across different levels of training advancement, the estimated energetic cost of synthesizing new muscle tissue and why simply eating more doesn't allow you to force-feed muscle growth. From there, we take the IMF framework in a direction I found particularly interesting:Could strategically placed Rapid Fat Loss days be incorporated into a Lean Building Phase to help control fat gain without compromising hypertrophy? We discuss using a 6:1 approach where the majority of the week supports muscle growth while one strategically placed RFL day helps reduce the cumulative weekly surplus, how this compares with simply running periodic mini-cuts, and which individuals might actually benefit from this strategy. Finally, we shift back into fat loss and revisit diet breaks. For years, diet breaks were promoted as a way to “reset” metabolism and reverse the physiological adaptations to dieting. But as more research has accumulated, that explanation has become increasingly difficult to defend. That doesn't mean diet breaks are useless. Instead, their biggest benefits may come from improving hunger management, training performance, psychological fatigue, adherence and giving someone an opportunity to actually practice eating at maintenance.IN THIS EPISODE:HOW LARGE OF A CALORIE SURPLUS IS ACTUALLY NECESSARY FOR MUSCLE GROWTH?WHY YOU CANNOT FORCE-FEED MUSCLE GROWTHHOW MUCH MUSCLE CAN BEGINNER, INTERMEDIATE & ADVANCED TRAINEES REALISTICALLY GAIN?WHAT THE RESEARCH SHOWS ABOUT SMALL VS. LARGE CALORIE SURPLUSESWHY FASTER WEIGHT GAIN OFTEN MEANS MORE FAT GAIN, NOT MORE MUSCLEHOW TO DETERMINE WHETHER YOUR CALORIE SURPLUS IS ACTUALLY PRODUCTIVELEAN BUILDING & MINIMIZING UNNECESSARY FAT GAINUSING RAPID FAT LOSS DAYS DURING A LEAN-BUILDING PHASETHE POTENTIAL 6:1 APPROACH: SIX BUILDING DAYS + ONE RFL DAYRFL DAYS VS. PERIODIC MINI-CUTSBODY RECOMPOSITION & WHO IS MOST LIKELY TO EXPERIENCE ITDIET BREAKS: PHYSIOLOGICAL VS. PSYCHOLOGICAL BENEFITSHOW DIET BREAKS MAY IMPROVE HUNGER, TRAINING PERFORMANCE & ADHERENCEWHY PRACTICING MAINTENANCE MAY BE ONE OF THE MOST UNDERRATED BENEFITS OF A DIET BREAKThe major theme running through this episode is that more is not automatically better.More calories don't necessarily mean more muscle. More restriction doesn't necessarily mean a better diet. And more complexity doesn't necessarily mean a better strategy. The goal is understanding which nutritional tool fits the individual, their physiology, their psychology and the phase they're currently in.If your goal is to build more muscle while minimizing unnecessary fat gain, or to better understand how to periodize periods of surplus, maintenance and energy restriction across a long-term physique transformation, this episode is for you.WHERE TO CONNECT WITH ME:Follow Brandon on IG:https://www.instagram.com/brandondacruz_/For Info on Brandon's Coaching Services:https://form.jotform.com/bdacruzfitness/coachinginquiryEmail:Bdacruzfitness@gmail.comLYLE'S NEWEST BOOKS: https://store.bodyrecomposition.comSAVE 20% BY USING CODE: larrywon

He describes how stored body fat can supply the energy for new muscle protein, what a calorie deficit actually is, and why the bathroom scale alone gives a limited picture of a changing body composition. He suggests tracking waist size, scale weight, and gym performance together instead. Not everyone can do it, and not everyone can do it to the same extent." "In truth, a calorie surplus isn't necessary in order to gain muscle tissue. That's because your body can use the energy supplied by body fat to power muscle growth." They also dive into how to use Myo-Reps during a calorie deficit to help preserve lean mass, why training volume may naturally decrease as you get deeper into a fat-loss phase, and why more training is not always better. How can you actually build muscle when you're balancing work, kids, and a busy schedule? In this episode, I break down the simple principles that matter most when your goal is building muscle. We'll cover training intensity, Reps in Reserve (RIR), workout frequency, exercise selection, progressive overload, and how to structure workouts that fit into real life — not bodybuilding routines. If you've ever wondered whether you're lifting heavy enough, training often enough, or doing the "right" exercises, this episode will give you a practical framework that removes the guesswork and helps you focus on what actually drives muscle growth. This is Part 2 of my muscle-building series. In the next episode, we'll dive into nutrition and recovery so you can learn how to support your muscle-building efforts outside the gym. ---------- Learn about 1-on-1 online fitness coaching » https://chrisgatesfitness.com/coaching/ ---------- Get my FREE Calorie Calculator » https://chrisgatesfitness.com/newsletter-2/

Most women have been told that building muscle and losing fat at the same time is nearly impossible, and that the best they can do is pick one goal and grind toward it.But here's what the research and years of real-world coaching actually reveal: women may be some of the best-positioned people on the planet to recomp. In fact, under most real-world coaching conditions, women may have a genuine advantage over men when it comes to building muscle and losing fat simultaneously. In this episode of the CHASING CLARITY HEALTH & FITNESS PODCAST, I'm joined again by Jeff Hoehn, host of the Mind Muscle Connection Podcast, for a deep dive into the physiology and the practical realities behind why women are so uniquely built to recompose their bodies. This is a conversation that reframes what most women have been taught about their own potential, and gives coaches a clearer lens for how to program for their female clients.WE GET INTO: WHY WOMEN MAY ACTUALLY HAVE A RECOMP ADVANTAGE OVER MEN HOW HIGHER BODY FAT LEVELS BECOME A PHYSIOLOGICAL ASSET FOR BUILDING MUSCLE IN A DEFICIT THE GREATER LEAN MASS SPARING WOMEN EXPERIENCE WHILE DIETING (AND THE HEYMSFIELD DATA BEHIND IT) ESTROGEN'S PROTECTIVE EFFECTS ON RECOVERY, MUSCLE PRESERVATION & NUTRIENT PARTITIONING THE SUBSTRATE UTILIZATION DIFFERENCES THAT HELP WOMEN SPARE PROTEIN & PRESERVE MUSCLE WHY SO MANY WOMEN ARE PRIMED FOR DRAMATIC RECOMP THE MOMENT THEIR TRAINING & NUTRITION ARE FINALLY STRUCTURED CORRECTLY THE “PERFECT STORM” THAT HAPPENS WHEN YEARS OF UNDER-FUELING & CARDIO-FOCUSED TRAINING GET REPLACED WITH THE RIGHT INPUTSIf you've ever felt like your body wasn't responding no matter how hard you dieted or how much cardio you did, this episode will help you understand why, and what actually needs to change for your body to start building muscle and shedding fat at the same time.WHERE TO CONNECT WITH ME:Follow Brandon on IG: https://www.instagram.com/brandondacruz_/For Info on Brandon's Coaching Services: https://form.jotform.com/bdacruzfitness/coachinginquiryEmail: Bdacruzfitness@gmail.comMy Reading Recommendations:THE MUSCLE & STRENGTH PYRAMIDS https://getdpd.com/cart/hoplink/25469?referrer=1l54og96lf1ccw

If you want to cut through the noise and BS head to www.colossusfitness.comThese draw from ongoing social media debates (TikTok, Instagram, X), emerging trends like body recomposition, GLP-1 drugs (e.g., semaglutide), wearable tech, and "optimized" protocols. They avoid super outdated ones like "carbs at night make you fat" or the classic "anabolic window" (though timing still gets twisted).Myth 1- You Can't Build Muscle in a Calorie Deficit (Especially If You Have Body Fat to Lose) Body recomposition is very possible for beginners/intermediates with decent body fat, good protein intake, and progressive training. Myth 2- Cardio Kills Your Gains / You Must Choose Between Muscle and Fat Loss Excessive cardio + poor recovery is the real issue, not cardio itself.Myth 3- High Protein Harms Your Kidneys (or You Can Only Absorb ~30g Per Meal) For healthy people, higher protein supports muscle and satiety safely. The 30g rule is overstated, your body handles more, especially spread out. Kidneys concern mainly applies to those with pre-existing issues.Myth 4- Spot Reduction Works (or Targeted Ab Work Burns Belly Fat) Fat loss is systemic; you can strengthen muscles but not selectively melt fat from one area.Myth 5- Sweating More & Soreness is the key to progressSweat is mainly thermoregulation; it doesn't correlate strongly with calories burned or workout effectiveness. Intensity, progressive overload, and consistency matter more.Myth 6- Creatine Causes Hair Loss / Bloating / Other Major Side Effects Still scares people away despite strong evidence for safety and benefits (strength, muscle, cognitive). Hair loss myth ties to DHT correlation (weak), and bloating is usually temporary/minimal with proper dosing. Huge in 2025-2026 supplement discussions.Myth 7- You Need to Train 5-6+ Days a Week (or Go All-In on Intensity Every Session) for Real Results Many busy people get great results with 3-4 well-designed sessions + walking/recovery. Overtraining or burnout myths keep people inconsistent. Thanks for listening!
