Last week we had Erin Carson of  ECFIT Performance Strength talk with us about strength training programs for endurance athletes seeking to perform at their very best in triathlons, marathons, and cycling events.    This week we are steering the conversation to bike strength and mobility programming. If you think we have the magic bullet for developing strength and power on the bike, think again. It takes work, from lots of angles and there is not a straight line to success, ever. How do strength programs, workouts, fueling, physical therapy, bike fit, components, riding apps, threshold assessments and so on factor into your power to weight ratio?    Here to help us unpack developing cycling strength and improving power on the bike is an athlete who I believe embodies “grit2greatness” and is an example of the resilience and tenacity it takes to achieve a goal. Yes we all have goals that we are working toward and the journey toward that goal seems long and winding. Part of the reason we close each episode with the call to “enjoy the endurance journey” is because the journey, not necessarily the finish line, is where we realize the most growth.    Introduce Laura Hammdorff: Laura Hammdorff is a competitive triathlete with an NCAA swimming and cross fit background. When we started working together last year we discussed her triathlon background and goals. Because we are focusing on developing bike power this week, this will be our theme to tell her story. Without giving too much away, it's my hope that by listening to Laura's journey you will find examples of how her grit and tenacity can give you a template for your journey   Discussion Questions to Laura (Rich and April take turns asking questions): Icebreaker - Two Truths and a Lie How would you describe your background in cycling compared to swimming, running and strength training? What was the steepest learning curve with cycling early on? What role did the Triple Bypass play in your development of power and resilience on the bike? How has working with a PT contributed to your development? How have injuries created challenges in your training and racing? Not just overuse, but also previous injuries and limitations? How has bike fit played a role in your performance? How has fueling played a role? How has thinking about the nuances of executing a workout (eg build into power, backloading stress, etc) played into your development? How's your relationship with the FTP? What have you learned about software platforms and their ability to engage and support doing the right training right? .  Ask A Coach: What muscle groups to develop for the bike? Setup (Rich): Here are the different phases of a bike pedal stroke and the muscles used during each phase: Downstroke (1 to 5 o'clock): This phase involves the quadriceps and the gluteus maximus. The primary action is knee extension and hip extension. Pullback (5 to 7 o'clock): The hamstrings and the gluteus maximus are engaged. This phase involves knee flexion and hip extension. Upstroke (7 to 11 o'clock): The hip flexors and the anterior tibialis are primarily used. The action here is hip flexion and knee flexion. Over-the-top (11 to 1 o'clock): The quadriceps and the anterior tibialis help to lift the pedal. This phase involves knee extension and hip flexion.   Get Gritty Tip:   Stop Sleepwalking Through Life    Do you ever feel like you're just going through the motions, like life is passing you by in a blur of routine and mental chatter? You're not alone. Scientists in the UK discovered that our brains have a kind of "autopilot" mode—a trance-like state where we zone out, consumed by trivial thoughts. It's like we're sleepwalking through life, and the result? Days, weeks, even years that feel hollow and forgettable.     Why does this happen? As we age, we fall into patterns. Experiences that once thrilled us now become automatic routines. Think about it: When was the last time you truly experienced something *new*? Remember how slowly time seemed to move as a kid? That wasn't just your imagination. Back then, everything was fresh. Every hour was an adventure, and your brain had to focus on learning, adapting, and figuring out how to respond.     Psychologist William James explained this beautifully in *The Principles of Psychology* over a century ago. He wrote about how, in youth, life feels vivid and stretched out, like an intricate journey. But as adults, our lives tend to shrink into the predictable.     Here's the good news: you *can* break out of this autopilot mode. The key? Newness. Novel experiences force us into the present moment. They snap us out of our mental trance because we can't predict what's coming next or how to respond.     And you don't need to meditate on a mountaintop to find this mindfulness. Learning something new—a skill, a hobby, even a sport—engages both your mind and body, pulling you fully into the moment. The journey toward mastery isn't just about achievement. It's about the fulfillment that comes from being completely engaged in the *process.*     Think of your life as a scrapbook. When you look back on it, what will you see? Is it full of rich, meaningful experiences that make time slow down? Or is it a blur of sameness? If the latter, it's time to wake up. Start saying yes to novelty. Break free from your routine. You describe a scenario, and they have to choose how they'd handle it. The Shoe Switcheroo: You reach T2 and realize your running shoes are missing, but there's a pair of Yeti slippers sitting in your spot. Do you: a) Wear the slippers and hope for the best. b) Run in your bike shoes. c) “Borrow” a random pair of shoes from someone else's transition area. The Snack Attack: Your nutrition bag was replaced with a box of donuts. Do you: a) Eat the donuts and enjoy the sugar rush. b) Offer them to other athletes as a goodwill gesture / barter. c) Ignore the donuts and power through without your planned nutrition. Helmet Havoc: You find your helmet filled with shaving cream. Do you: a) Scoop it out with your hand and put it on anyway. b) Run back to the start to see if someone will lend you a helmet. c) Smear the shaving cream on your face like war paint and declare yourself ready for victory! Ski Struggles: You're ready to start the ski leg, but you see that someone has put peanut butter on the underside of your skis. There are many ways to enjoy a bicycle tour whether you join an event, pay someone to provide logistics, or you do all the planning yourself. On this episode meet Zach Ostrander from Summit Cycle Solutions. He started this all encompassing logistics company back in 2016 when he noticed a strong need for logistics specific to cycling. Summit Cycle Solutions does everything from full service, like ordering port of pots, filing permits, securing venues and hotels or camping for events, or they will take on one or two components of an event that a ride director may need help with. They also provide logistics support for private tours of 50 riders. Zach takes his job very seriously. He knows we as riders are trusting him and his company with our time and our vacation. A few rides that Summit Cycle Solutions are part of are the Triple Bypass and Colorado's Ride in Colorado, and Cycle North Carolina Mountains to Coast. #61 Despite leading a healthy lifestyle, John Spilman required a triple bypass due to severe blockages. He describes warning signs like fatigue and shortness of breath that led to lifesaving surgery. John's recovery included challenges like Afib, but through cardiac rehab and determination, he completed a half Ironman just a year later. His experience emphasizes being your own health advocate and finding support in the heart patient community. John's inspiring journey offers hope to others facing major health obstacles. More about John Spilman: I've been in endurance sports for over 25 years, participating in over 35 marathons, 15 half Ironman triathlons, and 6 full Ironmans. Despite being a vegan and monitoring my health, my heart struggled with >90% blocked arteries. One of the best ways to see and explore a city is by bike and there's no better way to connect with the cycling community and get to know the local trails than by riding with a local club. At the Buffalo Lodge Bicycle Resort, we are home to the Buffalo Lodge Bike Tribe and whether you're a tourist, new to town or a longtime local, all are welcome to join our weekly, year-round rides. Find out more about one of the coolest bike clubs in the city in this edition of Pedal the Springs podcast. Meet our ride leaders and some of our tribe riders in this our 21st episode and the first with video.  It's the heart of what we do here at the Buffalo Lodge Bicycle Resort, connect cyclists with all of the magnificent places to ride and adventure in Colorado Springs. We're “Your Basecamp for Adventure in the Pikes Peak Region.” Since our inception over seven years ago, we've been putting on free weekly community rides through our Buffalo Lodge Bike Tribe. Our regular weekly rides include our Saturday recreational intermediate to advanced road and feature over 10 incredible rotating destinations throughout Colorado Springs and our Monday Garden Gears and Buffalo Beers is a tour of Garden of the Gods Park, right in our back yard less that a mile away. Most places you travel to, you would need to pay to book a bike tour of the area. At the Buffalo Lodge Bicycle Resort you can ride for free with locals, get to know local trails and have the camaraderie of joining our team for a post ride gathering and drinks at the lodge after. A member of the Patriot League, Navy will begin competing in fall 2023 and be coached by Billy Edwards.   “As an NCAA nationally emerging sport for women, triathlon defines exactly who we are at the Naval Academy and the type of opportunity we should offer to our midshipmen,” said Naval Academy Director of Athletics Chet Gladchuk. “The broad-based requirements through highly competitive swimming, running and cycling highlight the demanding physical characteristics that correlate with personal confidence and leadership development.”   “The addition of women's triathlon at the U.S. Naval Academy represents a major milestone in the women's collegiate triathlon movement,” said Victoria Brumfield, USA Triathlon CEO. “One of the storied U.S. military academies, the U.S. Naval Academy prepares our future leaders and for years has had a thriving club triathlon team. With more than 40 schools now offering women's collegiate triathlon, the NCAA Emerging Sport for Women has met the 10-year window to demonstrate sustainability and success at the NCAA varsity level. Now, women's triathlon has a few more steps to take on its way to being fully managed by the NCAA as a championship event, including committee, council, divisional and budget approvals.   Women's triathlon is a fall sport, and the varsity season includes two National Qualifiers followed by the Women's Collegiate Triathlon National Championships held in November. Past participants, on average, have seen these huge improvements in pace:     What's New in the 303:   Chris McGee's New Role with Bicycle Colorado Overseeing Bike Racing By Bill Plock March 2, 2023–Change is not always easy and often comes with challenges and opportunities. When Bicycle Colorado acquired Colorado Cycling (a.k.a BRAC) it was with clear knowledge they would be inheriting many challenges along with the complexities of organizing a race schedule and managing a membership that is probably a bit confused with all the changes. They also took on a long history of bike racing and the ups and downs of the local overseeing racing association and some challenging times over the years with USA Cycling and its multitude of leadership changes and focuses.   But there is equally as much optimism. With a rising tide mentality, they are hopeful that with a larger audience, a renewed focus, and a strengthening relationship with USA Cycling that more riders might be attracted to not only race but to participate in all cycling events.   They knew they needed to hire someone to oversee all of this and meld it into the bigger mission of Bicycle Colorado. And so they hired Chris McGee, a long-time race organizer and one-time Executive Director of BRAC to take on this important stewardship.   Chris McGee with Bicycle Colorado Vintage Chris McGee   When asked about his vision, he said, “ I look at the big picture and my role is events and finding ways to work together to help overcome common challenges. The kindred spirit of what we have as a cycling community is so important to foster. It makes the experience better for everyone riding bikes in Colorado.”    When asked about road bike racing in particular, Chris said “There is definitely a decline in road racing and those events, but at the same time if you look at what's going on in Colorado and look at Bicycle Colorado's calendar and see all the events in Colorado, and knowing how big some of those events are and how they attract cyclists from all over the country, I'm really excited! If you look at events like the Triple Bypass, Ride the Rockies, Ironhorse Classic, the High School Cycling League, Collegiate Nationals, and big mountain bike events, there is a lot of reason for optimism for overall cycling—we are pretty lucky here! But the number one thing to know, BRAC as an entity for building the race calendar, assigning officials, and helping race directors is still intact and we dropped it into Bicycle Colorado. Yvonne van Gent, who has been a pillar at BRAC for many many years is still doing what she has always done.”   But changes in racing are happening. In a nutshell, one of the biggest changes already is the paired membership model with USA Cycling. Says Chris, “one thing I am really proud of is our deepening partnership with USA Cycling. Racers need to only buy a USAC license to race in Colorado this year. No longer do they need a BRAC license. When they sign up for a USAC license they will automatically be registered as Bicycle Colorado race members. Registration will be much quicker and easier for racers and for event managers. Soon we will have a new website dedicated to racing with many of the features of the old BRAC site but also with many upgrades and of course all the history.”   Lance Panigutti, the owner of Without Limits who put on road races, cyclocross races, and triathlons, said this about the changes so far, “It mirrors other endurance sports like triathlon that have seen a grassroots resurgence these past several years.  What I'm hopeful for and would like to see is for Bicycle Colorado to focus on marketing the cycling race community as welcoming and inviting, not as an intimidating elite sport.  Race scenes like cyclocross are the perfect environment for races to fall in love with competitive racing, and then moving to the road scene is a natural migration.   But let's take a look at why Bicycle Colorado took this on and how in the long run it hopes to help not only races but all cycling events.   Bike racing, at its heart, is a grassroots sport. Bicycle Colorado took on organizing the sport as part of its mission to improve the cycling experience for all. Including racers.  Take a look at the bike calendar. It's packed. It's an elusive creature to have one, up-to-date calendar presenting all the possible events and races available to cyclists.   Said Chris McGee, “it starts with a comprehensive event calendar so people can find events, and plan for events but also so we can help manage the impact these events will have on the community. Our goal with acquiring BRAC (Colorado Cycling) is to bring bike racing more into the mainstream of cycling and help improve the experience not only for racers but also for clubs and for the communities hosting these races. We also want to help attract more people to race and to be a stronger partner with USA Cycling to encourage the growth nationally and provide a stronger conduit of youth racers to grow the sport.”   Bike racing is a very niche sport. Riding a bike however is one of the most popular activities in the world. Some studies show riding a bike is the most popular activity in the United States. But based on a few google searches, and depending on how you define “activity”, it may not be the top activity, but it's at least in the top five. Running, fishing, and hiking all seem to be higher in ranking.   So how many people actually are considered cyclists? Does it matter? Well, it certainly does to Bicycle Colorado which advocates for all cyclists, including bike racers and those that just want a safe route to ride for fun or commute.  Their website states, “Bicycle Colorado is a nonprofit advocacy organization championing the interests of all bicycle riders statewide. We envision a Colorado where riding a bicycle is always safe and convenient for everyone, where bicycling is the top choice for recreation and everyday trips, and where the benefits of bicycling are experienced and valued by all people in our state.”   Obviously, this would include racing. But for years, bike racing was a kind of satellite revolving around “biking” left mostly alone to advocate for itself and fend off trends and market forces that in the case of road cycling, have left that discipline battered and isolated, some might say unapproachable, complex and even elitist in nature.   For decades racing a bike, as an adult in Colorado has been sanctioned by different governing bodies and most recently was overseen by the Bicycle Racing Association of Colorado (BRAC) which changed its name in 2020 to Colorado Cycling but was essentially the same organization. But thanks to an aging, expensive website, COVID, and some would argue a wavering philosophy on their role in the sport, BRAC was at crossroads about its future or even if it had a future.   Something needed to change for the good of cyclists and the sport—it fit Bicycle Colorado's mission to step in.   Bike racing, in particular, road racing has been on the decline for years. There are too many reasons and speculations to take a deep dive here as to why, but one thing is for sure, bike racing is complex. It involves getting a license, closing roads, finding, coordinating, and paying referees. Most people who race are on a team. People are categorized and race against others of similar ability. There are points and team competitions and on and on. It's simply not the most approachable sport for someone not familiar with how to do it. Sure you can just show up and race (after getting the licenses) and not care about the rest, but to fully engage takes effort. But as participants age, or drop out of the sport, refilling the road peloton so to speak isn't keeping pace with those leaving.   Unlike triathlon, where for the most part, people are sort of racing themselves and do it for the challenge of finishing. Obviously, people race to win in triathlon as well, but in general it's a participation sport and all one needs is USAT license (can be a one day license) and show up and race. Triathlon comes with its own barriers of entry such as the cost and the intimidation of maybe doing a sport, like swimming, that is not comfortable but is very approachable for the most part.   Those in the bike racing governing bodies have been talking for years about how to make it more inviting, to attract new people, and to make it more accepted in the community. To make it more sustainable and with a brighter future. To grow the sport. Chuck Lofton was hired as a weather forecaster and anchor for WTHR Channel 13's “Sunrise” morning show when it debuted in 1985. He since has survived any number of severe weather events, including tracking tornados, as well as the notoriously fickle TV news business. But in March, he had a big health scare, followed by triple-bypass heart surgery and a two-month recovery off the air. At 65, he would seem to be a prime candidate for winding up his career and taking it easy. But in some ways, he is healthier now than he was five years ago, and he's enjoying the work more as well. At one point he assumed that 65 would be the end of his career, but now his attitude is much more open-ended. In this week's edition of the IBJ Podcast, Lofton chats with host Mason King about his longevity in the TV news business; the offers he's had—but not taken—to move up from the Indianapolis market; the close shaves he has experienced in the field; and whether there is room on local TV news to talk about the politically charged topic of climate change.   The IBJ Podcast is brought to you by Taft.

She is a six-time World Championships medalist, including two golds, a silver and two bronzes. Norman's resume also includes 10 World Paratriathlon Event medals and two U.S. national titles. She is a 2020 graduate of Cedarville University in Ohio, where she competed on the NCAA track and cross-country teams. She also represented Cedarville at the USA Triathlon Collegiate Club National Championships, placing 26th overall. She also competed in track & field in Rio, placing sixth in the 200m. Seely is the 2015, 2016 and 2018 World Paratriathlon Champion, and took silver at Worlds in 2017 and 2019. She is a 12-time World Paratriathlon Event gold medalist, and she won an ESPY Award for Best Female Athlete with a Disability after going undefeated for the entire 2018 season. She is a 2013 graduate of Arizona State University, where she competed on the club triathlon team. She is the 2010, 2011 and 2012 Paratriathlon World Champion and a five-time World Championships medalist. She also represented the U.S. at the Paralympic Games Beijing 2008 in swimming. Stockwell is a U.S. Army veteran who became the first female American soldier to lose a limb in active combat while serving in Iraq in 2004. She is a Team Toyota athlete and member of the Toyota U.S. Paratriathlon Resident Team coached by Williamson. Stockwell also serves on the USA Triathlon Foundation Board of Trustees. Stockwell is a 2002 graduate of the University of Colorado at Boulder.     What's New in the 303: The Triple Bypass, Colorado's Most Epic Ride Event? Maybe and Here's Why What makes the Triple Bypass ride so epic? Other rides like the Copper Triangle traverse three mountain passes? Rides like the Steamboat Gravel are longer, gorgeous, and well is on gravel after all. Each is epic, an overused word probably, each is well run and organized, but there is just something unique about the Triple.   One is history. Cyclists have been climbing those three passes between Evergreen and Vail (it used to finish in Avon) since 1988. Until the bike path connecting Bakerville to the Loveland ski area was built in 2010, riders had to ride on I-70. Only participating in the Triple Bypass made it possible to complete the voyage as cyclist were prohibited on I-70. Today you can do the ride unsupported thanks to the bike path, but it won't be nearly as much fun, or as safe.   Riding the Triple requires a fair bit of planning, logistics, agility and flexibility. But it offers great rewards in scenery and most of all camaraderie. Somehow the 110 miles mesh into remembrances of conversations on the bike and in the aid stations separated by head down periods of quiet climbing and sharing the work with others in the same boat.   How Many Times Have You Ridden Lookout Mountain? Can You Top 7,915? Chuck Haraway and Rick Brune, who between the two have ascended Lookout around 6,000 times have started to bring more awareness to all things Lookout. Their good friend Ray Bolton climbed it 7,915 times before he passed away in 2020 due to Covid. Chuck and Rick have dedicated a website, https://cyclinglookoutmountain.com/ in Ray's honor. The website has some great history about the mountain and lots of interesting facts and information.   The group also included Megan Hottman of Hottman Law and Charlie Myers, the head of Bike Jeffco. One of ideas kicked around was hosting an open gathering at the coffee shop on top once a month, or maybe quarterly to build more community with neighbors, cyclists, walkers, hikers, skateboarders and anyone who loves and cares about the experiences on Lookout Mountain.   We discussed the need for “3 feet to pass” signs, talked about how important it is for cyclists to not pass cars on the downhill going the speed limit, how we wish maybe there were restrictions on cars passing cyclists on corners like on Flagstaff. We dreamed of having car free days like what happens in the Garden of Gods once in a while. Stockwell is a U.S. Army veteran who became the first female American soldier to lose a limb in active combat while serving in Iraq in 2004. She is a Team Toyota athlete and member of the Toyota U.S. Paratriathlon Resident Team coached by Williamson. Stockwell also serves on the USA Triathlon Foundation Board of Trustees. Stockwell is a 2002 graduate of the University of Colorado at Boulder.     What's New in the 303: The Triple Bypass, Colorado's Most Epic Ride Event? Maybe and Here's Why What makes the Triple Bypass ride so epic? Other rides like the Copper Triangle traverse three mountain passes? Rides like the Steamboat Gravel are longer, gorgeous, and well is on gravel after all. Each is epic, an overused word probably, each is well run and organized, but there is just something unique about the Triple.   One is history. Cyclists have been climbing those three passes between Evergreen and Vail (it used to finish in Avon) since 1988. Until the bike path connecting Bakerville to the Loveland ski area was built in 2010, riders had to ride on I-70. Only participating in the Triple Bypass made it possible to complete the voyage as cyclist were prohibited on I-70. Today you can do the ride unsupported thanks to the bike path, but it won't be nearly as much fun, or as safe.   Riding the Triple requires a fair bit of planning, logistics, agility and flexibility. But it offers great rewards in scenery and most of all camaraderie. Somehow the 110 miles mesh into remembrances of conversations on the bike and in the aid stations separated by head down periods of quiet climbing and sharing the work with others in the same boat.   How Many Times Have You Ridden Lookout Mountain? Can You Top 7,915? Chuck Haraway and Rick Brune, who between the two have ascended Lookout around 6,000 times have started to bring more awareness to all things Lookout. Their good friend Ray Bolton climbed it 7,915 times before he passed away in 2020 due to Covid. Chuck and Rick have dedicated a website, https://cyclinglookoutmountain.com/ in Ray's honor. The website has some great history about the mountain and lots of interesting facts and information.   The group also included Megan Hottman of Hottman Law and Charlie Myers, the head of Bike Jeffco. One of ideas kicked around was hosting an open gathering at the coffee shop on top once a month, or maybe quarterly to build more community with neighbors, cyclists, walkers, hikers, skateboarders and anyone who loves and cares about the experiences on Lookout Mountain.   We discussed the need for “3 feet to pass” signs, talked about how important it is for cyclists to not pass cars on the downhill going the speed limit, how we wish maybe there were restrictions on cars passing cyclists on corners like on Flagstaff. We dreamed of having car free days like what happens in the Garden of Gods once in a while. She has been the USA Triathlon National Team's youngest member since she first made the team in 2017. Knibb was inspired to become a triathlete as a child after she watched her mom, Leslie Knibb, compete in an IRONMAN race and noticed the positive atmosphere. She tried a kids' race and was hooked on the sport from there, working her way through USA Triathlon's youth elite and junior elite pipelines. Up to this day, her favorite part of competing in triathlons is the camaraderie within the triathlon community, as well as the challenge of always growing and improving within the sport. In high school, she joined her school's cross-country team and swam for Nation's Capital Swim Club while continuing to compete in triathlons. She was named the Washington D.C. Gatorade Cross Country Runner of the Year and the D.C. State Athletic Association Runner of the Year in both 2014 and 2015. She was the 2015 and 2016 USA Triathlon Junior Elite national champion, the 2015 ITU Junior World Championships silver medalist, the 2016 and 2017 ITU Junior World Champion and the 2018 Under-23 World Champion— one of just three women ever to capture world titles at both the Junior and U23 levels. Meaning he was only getting 20% of the blood he should have been to his heart. Called the Widow Maker as its the most lethal blockage. Its blockage of the LAD (left anterior descending artery) which is the main artery supplying the heart with blood.   Katie Compton Receives a 4-Year Ban From Cycling for a Positive Doping Test Katie Compton has been banned from cycling for four years, retroactive to September 16, 2020, because of a positive doping test. In a statement, the cyclocross champion announced that she never knowingly took a banned substance, and she made the decision to retire back in March. Fifteen-time U.S. national cyclocross champion Katie Compton, 42, has received a four-year suspension on competition from the U.S. Anti-Doping Agency (USADA) after testing positive for a banned substance, the agency announced on August 11. Compton tested positive for an anabolic agent on an out-of-competition test taken on September 16, 2020. “Her urine sample was analyzed using a specialized test, known as Carbon Isotope Ratio testing, that differentiates between anabolic androgenic steroids (AAS) naturally produced by the body and prohibited anabolic agents of external origin. Anabolic agents have powerful performance-enhancing capabilities and can give an athlete an unfair advantage over fellow competitors,” the USADA statement explained. Compton's ban begins retroactively, from the day her positive sample was taken. That means all of her results, race points, and prizes received since September 16, 2020, are forfeit. Compton released a statement addressing the USADA's announcement. She said her results for that sample originally came back negative for any banned substances. USADA decided to re-test it after her Athlete Biological Passport (bio-passport) was flagged for an “irregularity.” The second test of the sample came back positive for an anabolic androgenic steroid, Compton said. “This news comes with great heartache and sadness, and it is the worst possible way to end my cycling career. I need to preface this news with the fact that I have always been a clean athlete, and I am proud of how much I have accomplished racing clean and being very careful with whatever I put into my body, especially after dealing with so many health issues throughout my life. I provided a sample for USADA in September 2020 that came back negative for any banned substances, it was not even atypical. That news was communicated to me in the same way it has always been via a letter from USADA. I've received that same letter after every test I've submitted for the last 19 years. In early February of 2021, after returning from a difficult race season, I learned that the same sample from September was re-analyzed due to a bio-passport irregularity and found to be positive for an exogenous anabolic steroid. This was devastating news to me as I have never intentionally or knowingly put anything like that into my body. I know how delicate women's hormones are, and I would never choose to take anything to jeopardize my health and, as a result, suffer irreparable damage to my endocrine system. And not only that, I never took anything for ethical and moral reasons; I've been a strong proponent of clean sport my entire career and feel doing anything to enhance one's own natural ability is cheating, full stop.” Compton also said that she decided to retire in March. The temperature, cooler than predicted, helped keep the day from blowing up. The winds and smoke played havoc with some, but they ushered in many stories and memories on a course shared by a recent Olympian, top pro's and 2,500 age group athletes from all over the country. Emma Pallant-Browne won the women's race and moved up six spots in the PTO rankings making her an almost shoe-in for a captains pick (to be announced Thursday) for the upcoming Collins Cup. Not only did she take home $7,500 for winning Saturday, she will make at least $18,000 by making the European Collins Cup team. Olympian Taylor Knibb's debut performance at a 70.3 could hardly be called beginners luck finishing second, but she did learn a few things like needing to master the water cup grab; check out this interview with her. Utah and North Dakota join Idaho, Washington, Delaware, Arkansas, and Oregon. In addition, a California coalition is backing another legislative attempt this year to adopt the Idaho Stop, also known as the safety stop law. In addition, the Oklahoma House of Representatives recently passed the legislation. "Intersections are one of the most dangerous places for a cyclist to be," said Crys Lee, Bike Utah executive director. "This law should increase bicycle safety at stop-signed intersections as it has in places with similar laws like Delaware, where they saw a 23% decrease after enacting their stop as yield law in 2017." Lee said Bike Utah will work with partners to collect data to prove why safety stop laws are effective in making intersections safer for cyclists. Critics of the safety stop say it's better to have an unambiguous set of laws that apply to all road users and having cyclists following separate rules makes their actions less predictable to motorists. "As other states follow suit, they need to gather data and gather as many people and supporters as possible, and get yourself a champion like Rep. Spackman Moss," said Lee, who said Utah's passing of the law was a collaborative effort among many. In a memorandum issued on February 8, the UCI indicated it will ban riders from racing with their forearms on their handlebars, in a time-trial like position, when on a road bike. Last week, the UCI indicated it would begin to enforce the rule prohibiting riders from the ‘super tuck’ descending position, where a rider sits on the top tube and curls into a tight position on a downhill. The news was greeted with mixed feelings, and VeloNews debated the merits of the rule and the UCI’s renewed interest in enforcing it. Both rules will start being enforced — and this is apparently not a joke — on April 1.   Diversity in US cycling: How inclusion is being 'built from the ground up' During Black History Month, we check in with the national federation about its new grant programme. In 2020, the Black Lives Matter movement and the mass protests across the country highlighted the vast racial inequalities in the United States. It also forced the country's cycling federation to look closer at the lack of diversity in the sport and make plans to make cycling more inclusive. "We are committed to finding ways to make cycling look more like the population of the United States but we're a long way from that," CEO Rob De Martini said at the time.   What's New in the 303: Jen Barbour of Team Evergreen and Triple Bypass Shares What She Loves About it and What's New If you have ever met Jen Barbour, the Executive Director of Team Evergreen, who puts on the annual Triple Bypass, you have felt her passion for cycling and equal compassion for people. In an organization who exists to raise money for local charities while riding bikes, she is the perfect fit. That passion punches a big energy punch too, and like the way she rides a bike, her efforts are relentless and enduring. She has been swamped this year with the recent acquisitions of the Bailey Hundo, and Beti Bike Bash. Then add in the new Floyd Hill Sessions Series (Mtb weekly timed enduro series) and Co2ut Gravel Ride along with all the COVID challenges and working on the Triple Bypass and Bob Cook Mt. Evans Hill Climb, Jen is, well, buried. We managed to sneak a few minutes of her time and ask a few questions about the Triple Bypass and Team Evergreen.   Vulnerable Wheat Ridge/CU Grad Deb Conley Overcoming Major Adversity On Way to the Hall of Fame Deb Conley started running for the first time the summer before attending the University of Colorado at Boulder. She ran just to run with a new boyfriend. Like three miles. A couple of months later she walked on to CU’s cross country team and has been running ever since. And just recently, she was inducted into the Colorado Running Hall of Fame. Wow. She never played sports growing up, never ran, never did anything but work and go to school. In this video interview, Deb expresses a surprised happiness after being selected for the Colorado Running Hall of Fame. In a memorandum issued on February 8, the UCI indicated it will ban riders from racing with their forearms on their handlebars, in a time-trial like position, when on a road bike. Last week, the UCI indicated it would begin to enforce the rule prohibiting riders from the ‘super tuck’ descending position, where a rider sits on the top tube and curls into a tight position on a downhill. The news was greeted with mixed feelings, and VeloNews debated the merits of the rule and the UCI’s renewed interest in enforcing it. Both rules will start being enforced — and this is apparently not a joke — on April 1.   Diversity in US cycling: How inclusion is being 'built from the ground up' During Black History Month, we check in with the national federation about its new grant programme. In 2020, the Black Lives Matter movement and the mass protests across the country highlighted the vast racial inequalities in the United States. It also forced the country's cycling federation to look closer at the lack of diversity in the sport and make plans to make cycling more inclusive. While we had hoped that July 11-12th would go on as planned, the Town of Avon has officially pulled our permit for hosting our finish on those dates. Endurance News: Why It Still Might Not Be Safe to Return to Lap Swimming So as the virus starts to (hopefully) slow down, maybe a return to the pool could be possible for those longing to dive in and be immersed in that environment on a hot summer’s day. But according to a recent report from The Mercury News in San Jose, California, it might be harder than originally thought to social distance in a public pool. “There’s more and more research showing that coronavirus can be spread even more than six feet when people are vigorously exercising like running or swimming,” Contra Costa County’s Health Officer Christopher Farnitano said in a video interview posted by the county. “There’s a concern that even if someone is swimming in their own lane, when the person is right next to them is breathing heavily, they could be exposed. He was the first person to sail single-handed non-stop westwards around the world (1971), on a 59-foot boat called British Steel.   Blyth was born in Hawick, Roxburghshire. He joined the British Army Parachute Regiment when he was 18 and was promoted to Sergeant at the age of 21. In 1966, while in the army, Blyth, together with Captain John Ridgway, rowed across the North Atlantic in a 20 ft open dory called English Rose III. After successfully completing this in 92 days, Blyth was awarded the British Empire Medal (BEM).   Rowing the Atlantic first became mainstream when the first Atlantic Rowing Race was launched by Sir Chay Blyth, after reflecting on his own ocean row that propelled him to international fame. This was the Port St. Charles, Barbados Atlantic Rowing Race. Thirty double-handed teams lined up at the start line in a "one design" rowing boat just outside Los Gigantes marina on Sunday 12 October 1997. The race was won by Kiwi Challenge, rowed by Rob Hamill and Phil Stubbs after 41 days at sea. Second place went to the French crew of Atlantik Challenge, Joseph Le Guen and his partner, a double convicted murderer, Pascal Blond.   Fast forward to today.    Terence Steinberg is preparing to compete in a 3,000 mile rowing race across the Atlantic.  As you will hear he is doing this for the UWC (United World Colleges), which is a global movement that makes education a force to unite people, nations and cultures for peace and a sustainable future.    The movement began in 1962 when Atlantic College in Wales, UK admitted its first students. The Cold War raged and UWC set out to bring together young people from different nations to act as champions of peace through an education based on shared learning, collaboration, and understanding. How much of that was due to a loss of altitude acclimatization? How quickly to make an altitude acclimatization?  http://www.bodyresults.com/e2deacc.asp According to Lawrence Armstrong, PhD, in his book, Performing in Extreme Environments (1), the rate of disappearance of the body’s adaptations to high altitude varies widely from person to person; just as it’s difficult to tell who exactly will experience signs of altitude illness, it’s hard to know how long your acclimatized state will last once you descend from high altitude. If you spend less than a day or two at altitude (say, on a moderate climb of a peak like Baker or Rainier, where most people return to sea level within 24 hours of reaching the summit), your body will not have had enough time to permanently adapt to the altitude. The composition of the blood changes after about 2 weeks of altitude exposure by producing more red blood cells and hemoglobin (the iron-protein compound that transports oxygen) (3) but most people climbing peaks in the Pacific Northwest are only exposed to elevation for about 3-4 days at a time.   Training acclimatization time needs to be longer as the altitude becomes higher. Training for 14 days at or above 6,500 feet (as at the U.S. Olympic Training Center in Colorado Springs) and 28 days at or above 8,000 feet are currently the best recommendations for athletes wishing to compete at similar elevations, while complete adaptation to the extreme altitude of 13,000 feet is possible after a continuous stay for 14 months (3). Obviously, climbers have a tiny fraction of this time open to them.   One study cited by Armstrong indicates that the red blood cell volume of high-altitude natives (people who spend most of their lives above 7000 ft) decreases as quickly as ten days after spending time at sea level. Someone spending several hours to perhaps a day or two at altitude simply won’t have enough time for any long-lasting physiological changes. Those who choose to trek in Nepal, however, or participate in an expedition-type climb of a peak over 15,000 ft will have to spend a substantial amount of time adapting to the altitude in order to prevent altitude sickness. This is why climbers who gradually ascend their first peak in Alaska, Bolivia, Chile, or the Himalayas in order to get properly acclimatized can then speed up subsequent peaks, because the body’s ability to perform physical work at high altitude can persist for a few weeks (2). Through personal discussion with our African guide, cook, and porters on Mt. Kilimanjaro, and in talking with local Northwest guides and rangers who spend a lot of time on the mountains, we learned that they typically spend a week in the mountains above 10,000 ft and a week back home; their acclimatization and improved cardiovascular function may persist for several months after returning from altitude, and allows them to make subsequent trips quite easily without needing extra time to adapt. https://www2.palomar.edu/anthro/adapt/adapt_3.htm How quickly to lose altitude advantage? How does living at altitude affect how quickly you lose or gain altitude adaptations? https://www.princeton.edu/~oa/safety/altitude.html What is High Altitude?   Altitude is defined on the following scale High (8,000 - 12,000 feet [2,438 - 3,658 meters]), Very High (12,000 - 18,000 feet [3,658 - 5,487 meters]), and Extremely High (18,000+ feet [5,500+ meters]). Since few people have been to such altitudes, it is hard to know who may be affected. There are no specific factors such as age, sex, or physical condition that correlate with susceptibility to altitude sickness. Some people get it and some people don't, and some people are more susceptible than others. Most people can go up to 8,000 feet (2,438 meters) with minimal effect. If you haven't been to high altitude before, it's important to be cautious. If you have been at that altitude before with no problem, you can probably return to that altitude without problems as long as you are properly acclimatized.   What Causes Altitude Illnesses?   The concentration of oxygen at sea level is about 21% and the barometric pressure averages 760 mmHg. As altitude increases, the concentration remains the same but the number of oxygen molecules per breath is reduced. At 12,000 feet (3,658 meters) the barometric pressure is only 483 mmHg, so there are roughly 40% fewer oxygen molecules per breath. In order to properly oxygenate the body, your breathing rate (even while at rest) has to increase. This extra ventilation increases the oxygen content in the blood, but not to sea level concentrations. Since the amount of oxygen required for activity is the same, the body must adjust to having less oxygen. In addition, for reasons not entirely understood, high altitude and lower air pressure causes fluid to leak from the capillaries which can cause fluid build-up in both the lungs and the brain. Continuing to higher altitudes without proper acclimatization can lead to potentially serious, even life-threatening illnesses. Acclimatization   What is altitude illness? The major cause of altitude illnesses is going too high too fast. Given time, your body can adapt to the decrease in oxygen molecules at a specific altitude. This process is known as acclimatization and generally takes 1-3 days at that altitude. For example, if you hike to 10,000 feet (3,048 meters), and spend several days at that altitude, your body acclimatizes to 10,000 feet (3,048 meters). If you climb to 12,000 feet (3,658 meters), your body has to acclimatize once again. A number of changes take place in the body to allow it to operate with decreased oxygen. The depth of respiration increases. Pressure in pulmonary arteries is increased, "forcing" blood into portions of the lung which are normally not used during sea level breathing. The body produces more red blood cells to carry oxygen, The body produces more of a particular enzyme that facilitates the release of oxygen from hemoglobin to the body tissues.   Are there genetic dispositions to altitude? There is considerable variability between individuals and between populations in their ability to adjust to the environmental stresses of high mountain regions.  Usually, the populations that are most successful are those whose ancestors have lived at high altitudes for thousands of years.  This is the case with some of the indigenous peoples living in the Andes Mountains of Peru and Bolivia as well as the Tibetans and Nepalese in the Himalaya Mountains.  The ancestors of many people in each of these populations have lived above 13,000 feet (ca. 4000 meters) for at least 2,700 years. Bonus:  Follow up to last week's discussion about OWS sighting and straight line swimming. If you remember we were talking about how to stay relaxed while OWS.  I mentioned I like to count my strokes.  It takes my mind off the environment and how I'm feeling and it places my attention somewhere else (keeping track of my counting).  This serves a secondary purpose as well.  If you know your SPL (Strokes Per Length) of a 25 meter pool, for example.  Let's say for the sake of example that it takes you 20 strokes per length.  You know that for every 20 strokes your are going approximately 25 meters, then you can extend that math linearly.  40 strokes equals 50 meters, 80 equals 100, etc.  The key is to find your SPL for a 25M or convert your SPL for 25Y to 25M.  If you know the distance between buoys in a race, let's say the buoys are every 200 meters, you know it should take approximately 160 strokes or 80 right hand entries.  We also talked about reaching as far as you can to the shore or the buoy.  The goal is to elongate your body and streamline so that you have balance in the water and glide a bit.  As long as you are already thinking about getting a good reach, be intentionally about your hand entry. When you sight the buoy or landmark, take the mental snapshot and place your next hand entry just to the side of the landmark.  If it's your right hand, try to intentionally place it just to the right of the mark.  Be as precise as you can and do it for the left hand.  Now imagine a line running from the landmark straight down below the water surface.  Then imagine that line painted directly below you and extending behind you (as it would be in a pool).  With your extended hand entering just adjacent to the landmark, now paint a line with than hand adjacent tp the line that runs from the landmark, directly below the surface and then under and behind you.  Part of swimming straight is also making sure you have a consistent stroke length and on both sides. Keep track of where each hand completes the stroke. I like to touch my thigh with my thumb as my hand completes the stoke.  Note if your hands are touching the same part of your thigh on both sides.  Another tip that can assist with swimming straight is using a tempo trainer in the pool to learn a balanced cadence so the timing of each hand entry is symmetric.  If the timing of stroke on both sides are consistent and the stroke length are the same, you will set yourself up for success. It's not that I didn't know my training was insufficient, it's that I underestimated how sore I would be after.  This leads to Confession #2.  I spoke to you on Sunday after the race. I had just been looking at my TrainingPeaks file and saw a 25. something number.  I answer your call and somewhere in our call I told you that my bike seemed to be really fast.  I said I think my average speed was 25. something. Even when I was saying it, I knew how absurd that average speed would be for that course.  I've never hit an average or 25 for an Olympic let alone a Sprint. It’s about all the people you meet riding, the history that is passed by and the many miles high in altitude testing our fortitude and sense of wanting to accomplish something. It doesn’t matter how fast, slow or somewhere in between— as long as you finish and have fun! Endurance News: Tour de France impressions this week:  I watched Stage 11 from Albi to Toulouse.  I was impressed by the how well they keep content overlays to carry 4-5 hours of coverage.  Some of my favorite features are the inside the peloton cameras and the new Lexus sponsored 3D holograph model that they use to describe rider positions in various conditions.  The interviews with race directors, riders, to get their public comments. Cyclists are so cordial, polite, and generally try to be as non-controversial as possible.  Case in point, the race director from TEAM JUMBO - VISMA was interviewed about the Stage 10 win by WOUT VAN AERT.  When asked about the way Education First team played the cross winds in Stage 10, he very politely said that he could not make any judgement about any team, but that his team had been vigilant at the time they hit the crosswinds and made the right moves at the right time. I also love learning the history of the race.  One of my favorites this were was the story of Henri Cornet winning the 1904 tour where there where he learned that he won in November after the Tour.  What happened is the first 4 riders were eventually disqualified. They had jumped a train and rode to the finish.  Riders on the train who saw the riders later read about them winning by hours ahead of the peloton and then reported them to the authorities.  Since I don't have time watch 4 hours of the tour every day, I like to follow it on The Move podcast. You just get this completely unfiltered assessment and it's boiled down to an hour. Lance Armstrong presents a singular perspective on the world’s most iconic cycling races, including the Tour de France and the Classics, as well as the broader endurance sports scene. Not your typical cycling or sports podcast, THEMOVE brings listeners deep inside the racing action, imparting insights from someone who knows the suffering and splendor like no one else. In addition to  course previews and timely race analysis from Armstrong’s distinct point of view, the audience also gets to hear from featured guests, who regularly swing by the THEMOVE studio to join the always-lively conversation. Guests have included former teammates like George Hincapie during the Tour de France, and Mark Allen and Dave Scott in advance of the IRONMAN World Championship. These two worlds came together on one particular story. On The Move podcast, Lance Armstrong was talking about how some of the best race directors back in the US Postal and 7-11 teams would monitor the channels of the other riders to here their tactics and observations and plans about the race course.  Bob Roll told the same story, but with a twist. He described how Lance's team knew that other team's monitored each other's channels - not just during the race, but even in the evening. Lance's team staged a misinformation campaign to make the eavesdropping teams believe that Lance had food poisoning or was ill.  The eavesdropping teams discounted Lance in their race plans and Lance and team took advantage of the lack of vigilance and rode right past them on a key climb. Don't Fry Bacon Naked: Last week we introduced this segment with a discussion about really worthwhile test to get done, which is glycogen muscle ultrasound.  I've had it done and had athletes get it done.  It has helped reveal low glycogen levels, which can show symptoms if are severe enough.  It can also be high enough to not show many symptoms, but low enough that it could be revealed to you in a long race of two hours or more. The point being that if your glycogen stores are low, you could bonk much earlier than you might expect. This week's lesson is about open water swimming and safety. This past weekend I was at one of our local spots for open water swimming.  We had a little scare with a swimmer last weekend.  A family was OWS for the first time and one person had a bit of a panic attach and another was overdue at the shore and there was a concern for his safety and an informal search that ensued.  Fortunately the overdue family member turned up and all was well.  OWS is an experience that can cause anxiety, particularly for less experienced swimmers.  There are a number of factors that cause feelings of panic.
