192. Is 10 Minutes Enough?

A ten-minute HIIT workout is enough. Gone are the days we need to slog through a long, moderate workout that doesn't make us feel good… and deep down, we know we won't stick to it. It's time to become a ten-minute workout person. Work out smarter, not harder, and create long-lasting body composition changes. In this episode, I talk about how long to work out for and when, the dangers of overexercising, and why exercise alone isn't a great weight loss strategy.   Commit to three to four tasks on a daily basis. Once you're done, you need to check out. You need to rest as much as you need to work. This is like my 3-2-1 strategy. 3 things you have to do. 2 things you want to do. 1 thing you're willing to leave on the to-do list.   The 10 Minute HIIT Workout Ten minutes of High-Intensity Interval Training (HIIT) is as effective as 50 minutes of moderate-intensity exercise. That's why I want you all to become people who exercise for ten minutes. You can build on your times when you have a consistent routine at this length. There's also new research that shows the best time to exercise is, in fact, in the morning. Exercising in the morning increases insulin sensitivity and decreases insulin resistance. Ten minutes of HIIT in the morning? That's what I call working out smarter, not harder.   Is 10 Minutes Actually Enough? I understand some people don't think that a ten-minute workout is long enough to burn fat. But, exercise is not a great weight loss strategy. It's necessary for other bodily functions and your mental health, but you lose more weight by making changes to your nutrition. Besides, there are actually downsides to overexercising. Overexercising causes your cortisol to spike, your body to hold onto excess water, making you look puffy and bloated, and it's really hard on your body. It's about the quality of the work you do, not the quantity. Become a ten-minute exercise person and see how it transforms your approach to movement. As of today, from this moment forward, you are a ten-minute exercise person. Try this for yourself and see how it goes. If a 60-minute workout routine is never going to be sustainable for you or isn't sustainable for you in the moment, then that's not going to be a good strategy. Ten minutes. The idea that you can work out for ten minutes and it's doing something.” [8:40] “Exercise is not a great weight loss strategy. Exercise is necessary to remain functional, to remain strong, and to maintain your muscle mass, which will maintain your basal metabolic rate. But in general, using exercise to burn enough calories to create a deficit for weight loss – that's not going to be a very realistic and sustainable strategy.” [13:55] “Here's the magic sauce. The magic is finding the minimal amount of exercise that will give you the most bang for your buck in terms of body composition without significantly increasing your appetite and enjoying doing what you're doing.” [17:12] “What I'm really trying to push you with on this episode is the idea that less can be more and what are your limiting beliefs that are surrounding your wanting to keep the same schedule of doing more.” [21:50] “Becoming a person who exercises for thirty minutes has to start with a person who is a consistent exerciser for ten minutes. Happy Satiated Saturday! As a kid, you couldn't get me to move. My mom tried to put me in dance and gymnastics and while I enjoyed both, neither stuck. I tried soccer and tennis. In soccer, I ended up kicking the ball to my best friend who was on the other team. In tennis, my favorite part was walking through the tunnels at the back of the indoor court. The joy of moving started to come in when I got into musical theater and had to dance my way through shows. And then, in college, I was required to take two gym credits and was told by a friend that the easiest class to take was weight training.  So now I was thrown into the world of weight lifting and the teacher gave no guidance on how to nourish one's body while suddenly having an increase in physical movement. Now, I was dieting, undereating, and overexercising which led to complete disaster for my body. I remember my muscles twitching and feeling so tired I could barely walk up a flight of stairs and completely confused as to what was going on. Check out today's questions:    Christine: Dear Dr. Cabral, Thank you! As my interest in holistic health has grown, I have listened to many podcasts and yours has moved into my favorite spot. You give valuable information and I trust your intentions and integrity. Very inspiring! I did your stress and hormones test, and was able to talk to an IHP. One thing that stood out is that my cortisol levels are high and I should likely avoid intermittent fasting as it is a stress on my body. I am almost 54 years old and still in perimenopause. However, there is a lot of family history of cancer and other disease, I don't want to miss out on the benefits of autophagy. Is it possible to fast and counteract that stress with supplements such as ashwaganda or anything else?   Christine: Dr. Cabral, this is my second question submitted today so I understand if you can't answer it. I wondered if you've ever been able to help people with a phobia to swallowing pills. I am embarrassed to say that I am 54 years old and still need to have food to swallow my vitamins. Imagine my horror when I went to the oral surgeon iand before the procedure could be done, they handed me a huge pill to swallow. They all searched in their lunch.bags for crackers or something, and in the end, I just chewed the pill (yuck) and swallowed it. So many people have tried to help and love to show off when they can swallow a handful of pills at once. I just can't get over this phobia.   Diane: My husband and I are 47 years old. We workout 7 days a week. Everyday we run 2-4 miles, then do a 15 minute rowing interval workout, then do strength training, and then go in the sauna for 20 minutes. Although at times we feel like this intense exercise may be doing more harm than good, we also don't want to short change ourselves and not do everything possible to stay fit and in shape. Are we being less effective by doing as much as we are doing?   Simon: Hi Dr Cabral, I heard recently on a bodybuilding podcast that heavy weightlifting sessions can result in systemic inflammation throughout the body and increased intestinal permeability, and therefore anything you ingest at this time might make its way into the bloodstream. The conclusion was that anything you regularly consume during or immediately after a heavy workout might result in the body forming intolerances to that substance. Is there any validity in these claims? I'm conscious that the things I ingest around workouts (glutamine, fruit, WPI) are staple supplements and foods for me, and I don't want to form intolerance! PS I suffer from intestinal permeability and IBS so this is a particular concern for me. Too little exercise will have no benefit on your thyroid while overexercising may lower your free T3 and total T3. How does exercise benefit your thyroid? In 3 main ways: #1. It reduces your TSH and increases both T3 and T4 levels. - This is exactly what you want if you are hypothyroid. This combination of changes indicates that your thyroid is able to work on its own. #2. It reduces inflammation. - Reducing inflammation can indirectly help your thyroid by improving how much T3 you can create through T4 to T3 conversion. This is also helpful if you have autoimmunity from conditions such as Hashimoto's thyroiditis. #3. It improves your metabolism. - Exercising can also improve your metabolism. Your thyroid controls about 60% of your daily caloric burn so increasing this value up to normal is incredibly important, especially if you are interested in weight loss. If you have thyroid issues you should also be careful to overexercise. Overexercising can increase your cortisol levels and lower your free T3 and total T3 levels. You'll know if you are overexercising based on how you feel (more in the video). You should stick to moderate intensity exercises as well as sustained low-intensity exercises. Exercises such as yoga, strength training, walking, and moderate intensity exercises are ideal for most people. Erica holds a Bachelor’s degree in nutrition from Cornell University and a Master’s degree in clinical nutrition from New York University. Erica works with clients all over the globe - by all technical means necessary -, people who struggle with food, their body, and people who want to overcome years of dieting or being stuck in disordered eating. She meets people where they are at and guides them to a better relationship to food and their body with a non-diet approach. She has 25 years of experience under her belt and her career has included working in hospitals, corporations and colleges. Ultimately combining all of her skills and interests, she established a private nutrition practice over 15 years ago. Stories have the power to heal. Hearing the stories of others may empower us to tell our own story, and telling our own story can transform our relationship to our struggles. This is because, once we tell a story of struggle, we distance ourselves from it, ironically. We get to see, as if from a distance, that we are not and we never were defined solely by a struggle, a behavior, or a trait. We are the hero inside - the hero that is learning to move beyond the behavior, to solve the struggle. To integrate and heal the different parts of us. When we start to identify with the hero inside of the journey, our story changes, and we can reclaim our rightful place among the constellation of characters inside of us. Alison Rothman has been studying alternative forms of healing for over two decades, has her own healing and embodiment practice out of Boulder, Colorado, and has been in recovery for almost 20 years from an eating disorder that involved though was not exclusive to binging. In this episode, she tells her own story. Her own experience of the dark night of the soul - what can be called rock bottom - was the space in which she found the strength to evolve to the next iteration of her being. Through living in a treatment center far from her home, where she was brought face to face with the inner dynamics that were causing her eating disorder in the first place, to learning how to begin life as a functioning adult after living in a reality constructed solely of her eating disorder for years - Alison now shares the mindset changes and tools that she still uses regularly to cultivate and hone what she says to be the most important ingredient of healing - love and compassion for oneself. Please join Alison and I as we talk about the path that isn't glamorous or advertised - and yet it is the path most of us walk, simply by virtue of being human. It is the wild and curvy path - the unmarked path - the path whereby, even if we are trying our best to follow a prescribed method for healing, we still come face to face with obstacles that are uniquely our own, and there is no way through other than to solve our own riddle. In this episode, you will hear: One woman's story of doing the inner work to heal her eating disorder. Going from counting every calorie to complete self-forgiveness and gentleness. How and why disordered eating may be the symptom, not the cause. Why waiting to wake up healed doesn't ultimately work - why being proactive is the answer, though it may not be how you thought, and what kind of gentle and loving work with yourself is guaranteed to start causing evolution and change at the level of root cause, so that you can begin to find greater and greater relief. Specific practices to help you change your story about yourself so that your whole view of and regard for yourself changes. This is where deep and lasting change of habits comes from.
