DM "FAT LOSS "To @ColossusFit for Online Coaching - 3 spotsToday we're going to be talking about and going over the nutritional hierarchy of fat loss giving you the truth, the whole truth and nothing but the truth. 1- Energy Balance/Calories2- MacronutrientsProtein= Most important and absolutely cannot be overlooked.*The amount of calories you consume from carbs/fats makes VERY little difference when calories/protein are being focused on.Carbs= provides body with the energy it needs.Fats= value-able at increasing testosterone levels and other hormones3- Micronutrients4- Meal timing or frequency*Once everything else is dialed in, could be good to focus on this factor.-You want to maximize your ability to build muscle to the fullest, so somewhere between 2-3g leucine is ideal, so approx 25-40g per protein for serving.-Leucine is the most powerful amino acid. There is a certain threshold of leucine that must be reached before your body can start protein synthesis.-Splitting evenly thoughout day is beneficial vs. spreading it out like 10-15-15-10, etc. OR all at once in 1 meal.-Carbs around training not necessarily beneficial. Some people feel better, and some people don't. Each time you eat a meal, your metabolism, or more specifically metabolic rate, increases. That's because all the processes for digestion and absorption require energy and blood flow. Since increasing your metabolic rate means expending energy and generating heat, this phenomenon is called the 'thermic effect of food. More recently this viewpoint, studies suggests a protocol that calls for the individual to fast for an extended period of time (usually 16 – 18 hr) and then eat their remaining calories within a given window that usually follows an exercise. This is commonly known as intermittent fasting and has gained a lot of popularity over the past 10 – 15 years, both from fitness enthusiasts and researchers alike. Within the concept of intermittent fasting there are multiple different fasting protocols, most of which are aimed at reducing bodyweight. One such popular protocol entails complete fasting for 24 hr, followed by feeding the following day—this is termed alternate day fasting (ADF). For the sake of simplicity, this review will regard intermittent fasting as any dietary protocol that encompasses the lower end of meal frequency (i.e., 1 – 2 meals per day) with prolonged periods of fasting in between. While both methods of dieting—intermittent fasting diet protocol—promote weight loss, neither have ever defied the one ultimate successful weight loss program: “calories in – calories out = weight loss (or gain).” In other words, both ways of dieting work because they reduce caloric intake relative to expenditure and thereby induce a caloric deficit. If increased or decreased meal frequency were better for weight loss than the traditional 3 – 4 meals per day, then either of the two diets would have to affect one or both factors of weight loss. To date, there is no evidence to suggest that increasing or decreasing meal frequency, independent of caloric reduction and weight loss, has any effects on energy expended due to structured exercise or non-exercise activity thermogenesis. However, it has been shown that reductions in bodyweight do promote an unconscious reduction in spontaneous activity and therefore a reduction in caloric expenditure. Thus, any diet that reduces bodyweight will likely produce a reduction in energy expended due to structured exercise and non-exercise activity thermogenesis, unless the person consciously compensates by increasing their training volume. Theoretically, if someone increases their meal frequency, it is conceivable that they may increase their non-exercise activity thermogenesis as a factor of preparing more food over the course of the day. Assuming that approximately 50 – 100 kcals are expended due to cooking, this could amount to a couple hundred extra calories burned over the course of 24 hr. However, this is completely speculative and most likely would have negligible effects on the overall caloric deficit from reducing caloric intake and a conscious increase in energy expended due to structured exercise. Thus, the real question regarding meal frequency is, “which diet protocol most fits with each individual's lifestyle and dietary preferences?” Nevertheless, whether an individual eats 1 – 3 times per day with prolonged fasts in between, or six or more meals spaced 2 – 3 hr apart, the effects on metabolism and fat loss will essentially be the same. Some aspects to consider when it comes to meal frequency are increased feelings of hunger with fewer meals during a hypocaloric diet and the possible increased feelings of hunger with a shift in feeding pattern from higher frequency to lower. Nevertheless, at the end of the day it comes down to personal preference and the individual's fitness and performance goals.

Dr. Hana Kahleova is the director of clinical research at the Physicians Committee and directs research testing the effect a plant-based diet has on metabolism, insulin function, fitness, and mental health, as well as studying the impact meal timing and meal frequency have on metabolism and body weight. Dr. Kahleova earned her doctorate in nutrition and diabetes and her medical degree from Charles University in Prague, Czech Republic. As a postdoctoral research fellow at Loma Linda University in California, Dr. Kahleova analyzed data from 50,000 Adventist Health Study-2 participants. Much has been said about the importance of sleep, from adequate timing, duration, and quality with respect to our hunger, energy, cravings, blood sugar regulation. ability to effectively burn body fat, maintain lean muscle mass, and even think clearly and prevent the onset of disease. And as you're well aware, observing and aligning with our natural sleep-wake cycles is a non-negotiable factor if you care about any aspect of your health, body composition, and/or your performance. Over the past several years, more and more evidence has been identified to further support our understanding around the importance of respecting our ingrained circadian biology and the influence of healthy sleep patterns, and unhealthy sleep patterns on daily nutrition and both short and long-term health outcomes. Similarly, there is mounting evidence to support various aspects of nutrition that revolve around most certainly the amount of food we eat in a given day, but more recently, the concepts of when we eat our meals in a given day and/or night, the consistency of our meals daily, how we spread out our meals throughout a given day, and if and when we could or should strategically avoid food altogether. The relationship between our diet and our circadian biology is known as chrononutrition and today I'm joined by leading expert Danny Lennon, the founder of Sigma Nutrition to break it down for us. By now you've probably heard all about the benefits of intermittent fasting. From weight loss to longevity to autophagy to improved performance. But which of these claims are supported by the scientific evidence and which ones have been incorrectly propagated despite well-intentioned bloggers, biohackers, health practitioners, your next-door neighbor who swears by the skipping breakfast, or your coworker who only eats one meal per day. Today I'm joined by Dr. Krista Varady, Professor of Nutrition at the University of Illinois, Chicago to share the benefits and dispel some of the common misconceptions around intermittent fasting. Dr. Varady is one of the foremost experts in intermittent fasting, and author of the Every Other Day Diet, having spent the last 15 years researching the various forms. Her research focuses on the efficacy of intermittent fasting for weight loss, weight maintenance, and metabolic disease risk reduction in obese adults. Her work is funded by the NIH, American Heart Association, International Life Sciences Institute, and the University of Illinois. She has published over 70 publications on this topic. In this episode, we discuss: - What is intermittent fasting (IF)and the 3 different forms, including Alternate Day Fasting, the 5:2 diet, and Time-Restricted Feeding - The nuances of each form of fasting as it pertains to meal timing, meal frequency, and macronutrient intake - The differences in weight loss between various forms of IF and daily calorie restriction (or lack thereof) - The practicality of intermittent fasting techniques and behavioral change, long-term compliance, and success rates - And finally, some of the common misconceptions with intermittent fasting and improvements in health This was an enlightening conversation that helped me, and hopefully will help you get a deeper understanding of just how effective intermittent fasting can be as a tool to facilitate long-term, healthy, and realistic weight loss. To keep your metabolism up and working most efficiently, try to eat 5-6 small meals a day, roughly 300-500 calories per meal. This is an overly simple solution and may not be sufficient for elite level athletes, but for the average person trying to shave off under 50 pounds, this is a plan you can easily keep.

My guests this week are two of the brightest minds in the health and fitness industry. The first is my own Chief Medical Officer, Tommy Wood, MD PhD. Tommy is currently working as a visiting scientist researching neonatal brain injury at the University of Washington. He received his undergraduate degree in Biochemistry from the University of Cambridge, before studying medicine at the University of Oxford. My second guest is Chris Masterjohn, PhD. Chris earned his PhD in Nutritional Science from the University of Connecticut at Storrs, where he studied the role of glutathione and dietary antioxidants in regulating the accumulation of methylglyoxal. He has authored or co-authored ten peer-reviewed publications. His writes a blog, The Daily Lipid, and produces a podcast by the same name.
