Albert Coleman (albert @ phxstrength.com) became interested in strength exercise in high school to improve his performance as a baseball player. This interest became a passion when he went on to play Division 1 baseball and was at the mercy of ill-informed strength coaches. Needing to find a better way to keep him injury-free than what was being presented to him by the college strength and conditioning staff, he chanced upon the SuperSlow technical manual while combing the shelves of a Borders. A few years later in 1999, Al passed the test of the most stringent certification in the industry; the SuperSlow Exercise Specialist Certification Following, Al spent the next 10 years under the tutelage of Master Instructor Rob Serraino and honed his craft. From 2010-2019, Al worked for RenEx/Overload Fitness where he served as Director of Education. During this time, he worked in close concert with Ken Hutchins, Josh Trentine and Gus Diamantopoulos in refining the RenEx Protocol. In 2019, Al moved back to Washington DC and began to work with Nicole Gustavson and her team. In reconnecting with Nicole, Al found both the ideal business and life companion.  A “Slow Show” of a story about how two people came together in business and in life, at just the right time. In 2011, in preparation for the opening of what would be her first of two InForm Fitness Virginia studios, Nicole traveled the country visiting various veteran HIT strength studios to do research. While visiting Overload Fitness in Cleveland, OH, to discuss a possible business partnership with RenEx Exercise Equipment, she met and witnessed Al Coleman demonstrate a set of the Leg Press exercise to failure. Was it love at first sight? With Nicole witnessing someone physically pushing themselves with such intensity, and with Al suffering the immediate effects of such intensity, one could rest assured that it would take them both years to process this chance encounter. In fact, Mr. Coleman's level of post-exercise delirium left his memory vague at best about what would turn out to be a pivotal moment in his life. Fast forward 8 years, Al relocated back to the Washington DC area where he grew up, bringing his experience in training instructors, as well as developing and refining protocols to help another studio. Al reached out to Nicole on a whim, and the rest is history that's still in the making. Nicole's studios in Virginia provided a platform for Al to continue to develop and refine his ideas, which helped her business evolve. On the personal side, Nicole and Al found in each other “their other half” as people say. After both having experienced the rougher side of life over the previous several years, the fortuitous partnership of Nicole and Al tells a love story of two people coming together to help one another during a time when the rest of the world is falling apart. Seeing obvious shortcomings in the way that high intensity strength exercise has been taught, Nicole and Al set out on a new course to change the way exercise is taught and delivered to the exercising public, and hence Automated Muscle was born. Al and Nicole run PHX Strength in Reston, Virginia. PHX Strength applies their very own Automated Muscle methodology in improving exercise performance for clients to achieve their optimal health and fitness. This is the second phase in our series. We already talked about the first phase, Stabilization. You can here that episode HERE. URL: http://undertenfitness.libsyn.com/website/phases-of-training-stabilization This episode we focus on the second phase of training, the strength phase. During this phase the goal is to build upon the stabilization phase by controlling the movements more closely, adding more weight and building some muscle and strength.   The stabilization phase focused on developing balance and coordination. Here we are going to focus on adding weight to those movements but also taking away some of the balance elements. I would never recommend adding weight to a balance movement such as a bosu or exercise ball so for the strength phase I eliminate those elements. For strength I focus on lots of free weight exercises with dumbbells and cable machines. Utilizing a variety of different machines that target individual muscle groups. Also, I keep the reps pretty high here. Around 15-20 reps per set aiming for 3-4 sets. This means the weight will be lower but this will help build good movement patterns along with lowering the risk for injury. This phase will last for 4-6 weeks always building on the week before by adding weight or changing the order of the exercises. This will add a challenge and help provoke some good results. Exercise good for this phase include almost every machine at the gym and tons of free weights. Legs: Back Squats, Goblet Squats, Plate Squats, Lunges, Leg Press, Hack Squat, Bulgarian Split Squats and more. Arms. Bench Press, Tricep Press, Bicep Curls, Tricep Push Down, Seated Rows, High Pull, Lat Pull Downs and more.   This phase is basically a body building phase using higher reps and focusing on good form over muscle growth. Workout of the Week for 2-26-18 Target muscles are the arms and legs and chest.   Bench Press – 3 sets 10 reps (135 lbs) Leg Press – 3 sets 40 reps (180lbs) *Note* had to take a few seconds rest when legs were on fire.   Superset: BD Bench – 3 sets 10 reps (40lbs) Bicep Curls – 3 sets 10 reps (20lbs)   Finisher: Skull Crushers – 2 sets 10 reps (20lbs)   Notes – 20 minute workout. Felt nice and fatigued after the workout. Nice soreness the next day.   I liked this workout and will do it again without changing much. I might switch out the finishing Skull Crushers for Tricep Pushdowns. Todd and I have been a little slow in bringing out new episodes recently, and I hope you can forgive us. In the last three weeks we've had Todd going on holiday to France, me going to Germany, my mum's 60th birthday, my 30th birthday, and we've both moved (or are in the process of moving) flat. Trying to fit in podcasts to that insane schedule has been challenging. But we're back this week with an episode on creating the perfect training program. The Perfect Training Program I've talked before about the importance of not focusing on perfection, and instead focusing on getting the work done. But it should also be said that I have created 5,000+ training session plans in my life (complete estimate) and have gotten rather good at it. No two people are exactly alike, and as such no one training program can suit everyone. So this training program is going to be aimed at my most common client: Male, looking to build some muscle and lose weight who has been training for a few months but isn't getting anywhere. To start off with, we're going to add in some of the basic lifts: Deadlifts, Barbell Squats, Bench Press, Lat Pulldown, Bent Over Row, Romanian Deadlift, Push Press, and Lunges. These are the big exercise building blocks that you create your program around. Next you would add smaller exercises, isolation work that targets single muscle groups. These would include: Bicep curls, tricep extensions, hamstring curls, leg extensions, rear delt flyes, face pulls, and abdominal crunches. As we are aiming to lose weight and build muscle (something borderline impossible for experienced lifters) we are going to use a slightly higher rep range than you would for a strength training program. The only exception to this will be the deadlifts, as this exercise only suits low reps. We will split the training sessions into an upper/lower split, which works well if you train 4 times per week. If you only train 1-3 times per week, then a full body program works best. Rest periods should be around 60-90 seconds per set, and 3 minutes for the deadlifts. But you should definitely listen to your body at first. If you aren't particularly fit then you will need a little more recovery time. Make sure that you are properly hydrated throughout, and that you have an emergency banana/isotonic drink (in case of emergencies). Anyway, the session looks like this: Session One Hamstring Curls 3 x 12 Deadlifts 3 x 4-6 Leg Press 3 x 12-15 Lunges 4 x 10 Session Two Bench Press 3 x 12 Lat Pulldown 3 x 12 Seated Row 3 x 15 Push Press 3 x 8-12 Abdominal Crunches 3 x 20 Session Three Barbell Squats 3 x 8-12 Romanian Deadlifts 3 x 12 Glute Bridges 3 x 8-12 Leg Extensions 3 x 12 Session Four Face Pulls 3 x 15-20 Incline Bench Press 3 x 12-15 Close Grip Lat Pulldown 3 x 12 Rear Delt Flyes 3 x 12 Bicep Curls 3 x 12 Tricep Pressdowns 3 x 12 So there you go, my version of a perfect training program. Beer Of The Week: Spaten Oktoberfestbier This week's beer was a special Oktoberfest beer from Spaten. It is specially brewed in Spring to be ready for the Oktoberfest in September/October (which I attended this year). The beer is really decent, and is quite strong (5.9%). The bottled beer tends to taste quite a bit stronger than the draught beer, but both are excellent. We will be going a lot more in depth on Oktoberfest in our next podcast. We also discussed the various differences between bottled, canned, and draught beers, and some examples of beers that we preferred in each form.

This is a new training and exercise system that uses cooling, compression and interval training to maximize the users efforts. This is a low impact and relatively low intensity way for people to get the same great benefits of a high intensity workout. The system works by compressing and cooling the body at the same time. When compressing the muscle the Vasper System traps the lactic acid in the muscle causing an instant muscle burn much more quickly than traditional training and exercise. This starts an anabolic hormonal response in the body to produce growth hormones, testosterone, DHEA and endorphin’s. The user gets these positive results without the negative effects of the wear and tear that a high intensity workout puts the body through which allows the user to rest and recovery. Plan what you’re going to do – You don’t have to overdo this but having a general idea of what you want to achieve will be super helpful. Right now were trying to be more mobile and work on corrective movements so I think it would be helpful if we walked you through a few different programs and how you can get the most benefits.   Time is your friend - First off no matter what you’re doing you’re going to get better over time. With this in mind remember you don’t need to always be switching up your workouts, do your program for a few weeks to make sure you get the most out of it. In a lot of programs you’ll have the same 3-5 workouts that you do for about 4-8 weeks depending on the specific goal. Let’s look at a bodybuilder’s workout plan. A typical plan would be 5 days a week and each day will be a different body part of specific movement, below is a schedule we’ve put together as an example: Monday  (Chest Day) – Bench Press, Skull Crushers, Push-ups, Tricep Press. Tuesday (Back Day) – Pull-ups, Bent Over row, Seated Row, Lat Pull down. Wednesday (Leg Day) – Back Squat, Alternating Lunge, Leg Press, Leg Extension. Thursday (Rest Day) – Rest days are typically no lifting but possibly some light cardio such as walking. Friday (Shoulder Day) – Military Press, Lateral Raises, Front Raises, Bent Over Fly’s, Saturday (Bi’s, Tri’s and Accessories) – Bicep Curls, Tricep Kickbacks, Hammer Curls, Shoulder Shrugs. Sunday (Rest) Rest and recovery. Don’t waste your time – Unless you use the gym as your social time, and some people really enjoy hanging out at the gym, get in and get out! Exercising doesn’t have to take a long time, you can get a really great workout in 10 minutes. If you tighten up your rest breaks and don’t get distracted by your phone or other people in the gym you’ll be able to knock out multiple sets and reps quickly.  Maximize your efforts - This is tied in with not wasting your time, when performing an exercise/movement really focus on what you’re trying to achieve with the movement. If you’re lifting weights to target a specific muscle for muscle growth really focus on feeling the burn in that muscle and controlling the movement. If you’re doing yoga or a corrective exercise really focus on stretching the targeted muscle. The mind and body should always be working together to achieve whatever goal you’re aiming for, to sum it up don’t just go in the gym and flop your body around. Focus on why you’re there and get it done. https://youtu.be/T8nOriFSkac Movement of the Week “Bug-UP” this is a move I actually made up and it’s a combination of a “v-up” and a “Dead Bug.” This is an ab exercise and it’s very challenging, the way you have to control the move is going to maximize your results and minimize your efforts. Here’s how you do the move; first lay on the floor on your back, extend your legs and lift your arms above your head. Now tilt your hips posteriorly, so that your back is flat on the ground, now lift your arms and legs off the ground a few inches, hold for a second and lower your arms and legs back down to the ground without letting your lower back come off of the floor. During this move you will have to focus very hard on keeping your back flat on the ground and it should really challenge you to use your abdominal muscles. Try a few reps and rest then try a few sets. It’s really simple and it will help develop those abs and it will also help with anyone who suffers from a posterior tilt in the hips.

Guess Host – Nexus Interview Time – Juano   1.      Introductions: a.      Nexus – The amazing artist from South America! b.      Maximus Ursus – Working Burr! c.       Tiptoe – Racing to the light at full speed! d.      Beastly Bahamut – Keeps moving on the path of life! e.      Schreeded Wolf – What can I say he keep getting bigger! f.        Jazz Wolf – Out to get his BF to Florida! g.      Snow – Getting sick and recovering from it! h.      Zak – Moving and living, summer is here!   2.      Topics – a.      Muscle Cramps While Working Out                                                               i.      A muscle cramp is an involuntarily and forcibly contracted muscle that does not relax.                                                             ii.      A dehydrated muscle is very prone to muscle cramps.                                                           iii.      Taking a multivitamin helps to keep key nutritional elements in the body.                                                            iv.      These are the key elements that help offset cramping. Potassium, Magnesium, Calcium, Vitamin D and a few others.   b.      Stretching Post-Workout Helps                                                               i.      Resource helps to increase IGF-1 levels.                                                             ii.      IGF-1 is a hormone that promotes growth and prevents cell death.                                                           iii.      On the workout front it helps to slow the progress of protein breakdown.                                                            iv.      During the study people whom didn’t stretch had higher levels of IGF-1 versus people whom did stretch had lower levels.                                                              v.      The group of subjects that stretch during and before exercising had increases in strength for only certain exercises   c.       7 Risky Exercises                                                               i.      Lat Pull-down Behind the Head 1.      Only people with very mobile shoulder joints can keep their spines straight enough to do this exercise properly                                                             ii.      Military Press Behind the Head 1.      This shoulder move, in which you lift weights or a barbell up and down behind the head, can cause the same problems as the lat pull–down behind the head.                                                           iii.      Upright Row 1.      Pulling weights, a barbell, or a weighted cabled bar up under your chin is a big no-no because it can compress the nerves in the shoulder area, impinging the shoulder.                                                            iv.      Leg Press with Cramped Knees 1.      From a reclining position, you push the plate up and bring it down in this common exercise to work the quadriceps, hamstrings, and glutes. The problem comes when you bend your legs too far -- past a 90-degree angle -- which can hurt your back and knees.                                                              v.      Bad Form on Cardio Machines 1.      Hunching over or using a death-grip on the handrail cheats your body and can throw off your alignment, jarring your spine, shoulders, and elbows.                                                            vi.      Exercises for Spot Reduction 1.      People who do strengthening and toning exercises in an effort to trim fat from a certain area -- thighs, hips, stomach, or arms -- have the wrong idea. Although these exercises can help firm muscles, if the targeted area still carries an extra layer of fat, it won't look much different. You can't isolate fat loss to one part of the body.                                                          vii.      Bad Shoes 1.      Even if you're doing everything else right, your efforts can be undermined by improper footwear. Sit upright on the machine, engaged the abdominals so that the spine/back is neutral. Gently grasp the handles on each side of the seat. Place feet flat in the center of the platform at comfortable distance apart from each other. Adjust the seat so that the angle in the knees is approximately 90 degrees. Toes and knees should be facing directly forward/straight ahead. Select a weight that is appropriate to complete 2-3 sets of 8-12 repetitions of this exercise. Extend the legs forward to press the selected weight- do not lock out the legs, only to full extension. Bend the knees and return to the starting position- do not drop/slam the weight stack. Repeat.
