In this podcast, I'm going to tell you how to have more energy every day without using stimulants like coffee or energy drinks! Coffee doesn't give you energy. It gets rid of the fatigue molecule so that you don't feel tired. Glucose and sugar might seem to give you an energy boost, but they actually make you tired! Here are 7 ways to raise your energy levels naturally without a crash. 1. Magnesium Magnesium is a cofactor to make ATP, which is like the battery source for the body. The #1 symptom of low magnesium is fatigue. Magnesium-rich foods include spinach, almonds, avocado, and fish. 2. Sodium-potassium pump The sodium-potassium pump in your cells allows you to generate an electrical charge that powers your muscles and your nervous system. Adequate sodium and potassium intake is crucial for healthy energy levels. Electrolyte powder can help if you're not consuming enough sodium and potassium from your diet. 3. Mitochondrial biogenesis Creating more mitochondria through consistent exercise can boost energy levels. Fasting, intermittent fasting, cold therapy, and polyphenols can also increase mitochondria. Polyphenols are found in certain vegetables, herbs, berries, and dark chocolate. 4. Ketones If you follow a keto diet, you can get your body running on ketones. Researchers find Cordyceps used in traditional medicine can fight cancer Shanghai Institutes for Biological Sciences, October 23, 2022 Chinese scientists have found evidence that a fungus used in traditional Chinese medicine widely sought by the public for its healing powers, also carries anti-cancer benefits. The scientists found there was an interaction between two anti-cancer compounds in the fungus Cordyceps militaris. The first, cordycepin, was noted in Cordyceps militaris in 1950, but how it interacted remained unknown. The second, pentostatin, was first identified from a bacterium and was developed as a commercial drug to treat leukemia and other cancers in the 1990s. “For the first time, we decoded the biosynthesis mechanism of cordycepin in the fungus, and during the research we unexpectedly discovered pentostatin,” said Wang Chengshu, head of the research team at the Institute of Plant Physiology and Ecology, a branch of the Shanghai Institutes for Biological Sciences of the Chinese Academy of Sciences. “These two compounds coexist in fungal cells in the form of a protector and protege – that is to say, cordycepin is synthesized with the coupled production of pentostatin to protect the stability of the former,” he said. Their research also showed that the fungus initiates a detoxification process when the cordycepin in the body reaches an excessively high level, which can be toxic. Cordyceps fungi are popular in China for their widely believed immunity-enhancing and energy-strengthening properties. Their uses in medical treatment date to the Compendium of Materia Medica, a book widely deemed the encyclopedia of traditional Chinese medicine written in the Ming Dynasty (1368-1644). Omega-3 fatty acid could boost IQ for preterm babies South Australian Health and Medical Research Institute, October 27, 2022 New research from SAHMRI has found a link between the omega-3 fatty acid known as docosahexaenoic acid (DHA) and increased IQ among children born prematurely. Preterm children are more likely to have lower IQ scores and cognitive impairments compared with term-born children. Dr. Jacqueline Gould, who led the study now published in the New England Journal of Medicine, says infants born at the earliest gestations are deprived of the natural supply of DHA that normally builds up in the brain during the last trimester of pregnancy. “These babies have low concentrations of DHA in their brain tissue, which may contribute to poorer cognitive outcomes,” Dr. Gould said. The study followed 323 infants born before 29 weeks' gestation, who were given 60mg of DHA/kg per day via enteral or control tube feeding. They were compared with 333 children in the control group, who received an emulsion with no DHA. At five years old, children in both groups underwent the Wechsler Preschool and Primary Scale of Intelligence (WPPSI) IQ test. “On average, those in the DHA group scored 3.5 points higher on the IQ scale than those in the control group,” Dr. Gould said. “These very promising results suggest DHA has the potential to improve cognitive performance when administered via emulsion for infants born before 29 weeks' gestation.” Crossword puzzles beat computer video games in slowing memory loss Columbia University Irving Medical Center & Duke University, October 27, 2022 A new study by researchers from Columbia University and Duke University published in the journal NEJM Evidence shows that doing crossword puzzles has an advantage over computer video games for memory functioning in older adults with mild cognitive impairment. Devanand, MD, professor of psychiatry and neurology at Columbia, with Murali Doraiswamy, MD, professor of psychiatry and medicine at Duke, researchers determined that participants (average age 71) trained in doing web-based crossword puzzles demonstrated greater cognitive improvement than those who were trained on cognitive video games. “This is the first study to document both short-term and longer-term benefits for home-based crossword puzzles training compared to another intervention,” said Dr. Devanand, who oversees brain aging and mental health research at Columbia. “The results are important in light of difficulty in showing improvement with interventions in mild cognitive impairment.” To conduct their study, researchers at Columbia and Duke randomly assigned 107 participants with mild cognitive impairment (MCI) at the two different sites to either crossword puzzles training or cognitive games training with intensive training for 12 weeks followed by booster sessions up to 78 weeks. Both interventions were delivered via a computerized platform with weekly compliance monitoring. The most striking findings of the trial were: Crossword puzzles were superior to cognitive games on the primary cognitive outcome measure, ADAS-Cog, at both 12 weeks and 78 weeks. Crossword puzzles were superior on FAQ, a measure of daily functioning, at 78 weeks. Crossword puzzles were superior for participants at a later disease stage but both forms of training were equally effective in an earlier stage. Brain shrinkage (measured with MRI) was less for crossword puzzles at 78 weeks. “The benefits were seen not only in cognition but also in daily activities with indications of brain shrinkage on MRI that suggests that the effects are clinically meaningful,” Dr. Devanand said. The study also highlights the importance of engagement. Based on remote electronic monitoring of computer use, participants at a later stage of impairment may have better engaged with the more familiar crossword puzzles than with computerized cognitive games. Atherosclerosis, ED, low vitamin D levels linked Guizhou Medical University (China), October 24 2022. A study published in Frontiers in Endocrinology evaluated the associations between lower serum levels of vitamin D, erectile dysfunction (ED) and an increased risk of atherosclerosis. The investigation included 163 men aged 30 to 60 years who received physical examinations at the Affiliated Hospital of Guizhou Medical University. Fasting blood samples were analyzed for serum 25-hydroxyvitamin D and other factors. Carotid intima-media thickness, an indicator of atherosclerosis in the carotid arteries, was measured using ultrasound. International index of erectile function-5 (IIEF-5) scores were graded as mild, moderate or severe according to ED severity. Thirty-nine participants whose IIEF-5 scores indicated no ED served as control subjects. Serum vitamin D levels were lower and carotid intima-media thickness values were higher among men with moderate and severe ED compared to the control group. Carotid intima-media thickness was significantly higher among men with severe ED compared with those who had mild ED. After adjustment, significant correlations were found between IIEF-5 scores, carotid intima-media thickness and serum 25-hydroxyvitamin D. In their discussion, authors Jun-hao Zhang of Soochow University and colleagues remarked that vitamin D may affect erectile function via its interaction with the endothelial cells of the corpora cavernosa, which is the spongy tissue within the penis that fills with blood during an erection. Vitamin D may affect the production and release by endothelial cells of nitric oxide, a compound that helps relax the blood vessels, thereby improving erectile function. The vitamin may also help decrease damage to endothelial cell function caused by oxidative stress. “Serum vitamin D level should be analyzed in men with ED, especially in patients with vasculogenic ED, and supplementation is recommended for those who were with vitamin D deficiency,” the authors wrote. Carnitine supplementation could improve cold tolerance and more University of Utah, October 23 2022 Cell Metabolism reported research findings from the University of Utah School of Medicine that reveal a role for carnitine in the body's response to cold temperatures. “Cold-induced thermogenesis is an energy-demanding process that protects endotherms against a reduction in ambient temperature,” Judith Simcox, PhD, and colleagues write. “We found that the liver undergoes a metabolic switch to provide fuel for brown fat thermogenesis by producing acylcarnitines.” “Cold stimulates white adipocytes to release free fatty acids that activate the nuclear receptor HNF4α, which is required for acylcarnitine production in the liver and adaptive thermogenesis,” they continue. “Once in circulation, acylcarnitines are transported to brown adipose tissue, while uptake into white adipose tissue and liver is blocked.” Acylcarnitines are fatty acyl esters of L-carnitine that were found to increase in young mice during cold adaptation. “It was surprising to see acylcarnitines in the bloodstream,” Dr Simcox remarked. With aging comes a decline in the ability to adapt to cold exposure. In the current study, researchers found that a single dose of L-carnitine or palmitoylcarnitine improved aging-related cold sensitivity in mice. Because activating cold adaptation burns calories, improving the process be useful for more than the ability to tolerate cold environments. Feeling chirpy: Being around birds is linked to lasting mental health benefits King's College London, October 27, 2022 New research from King's College London has found that seeing or hearing birds is associated with an improvement in mental well-being that can last up to eight hours. This improvement was also evident in people with a diagnosis of depression—the most common mental illness worldwide—indicating the potential role of birdlife in helping those with mental health conditions. Lead author Ryan Hammoud, Research Assistant at the Institute of Psychiatry, Psychology & Neuroscience (IoPPN), King's College London, said: “There is growing evidence on the mental health benefits of being around nature and we intuitively think that the presence of birdsong and birds would help lift our mood. However, there is little research that has actually investigated the impact of birds on mental health in real-time and in a real environment. The study took place with 1,292 participants completing 26,856 assessments. Participants were recruited worldwide. The app asked participants three times a day whether they could see or hear birds, followed by questions on mental well-being to enable researchers to establish an association between the two and to estimate how long this association lasted. Researchers showed that the links between birds and mental well-being were not explained by co-occurring environmental factors such the presence of trees, plants, or waterways. Our study provides an evidence base for creating and supporting biodiverse spaces that harbor birdlife, since this is strongly linked with our mental health. In addition, the findings support the implementation of measures to increase opportunities for people to come across birdlife, particularly for those living with mental health conditions such as depression.”

Your liver is seriously pretty amazing. I'm a 'mechanisms' kind of guy, and the liver is the king of mechanisms, including:- The liver is crucial for metabolism, regulating blood sugar, lipid, and protein metabolism.- The liver participates in immune surveillance and pathogen clearance, and is intimately connected with the gut. - The liver performs "hepatic biotransformation", or transforming toxins into things that can be excreted, aka DETOXIFICATION. The liver can be damaged by many things including lifestyle, alcohol, viruses, parasites, and especially toxins. As liver damage progresses, the liver becomes more congested, toxins begin to accumulate, and metabolic dysfunction can follow. Liver damage is generally a spectrum of worsening fibrosis, and often starts with "fatty liver" and then progresses toward cirrhosis, which is liver scarring. Liver damage can be detected by several labs, and I discuss these labs in detail. In the liver there are many functions, but this podcast focuses mostly on hepatic biotransformation, or detoxification. This includes Phase 1 and Phase 2 of liver detox, cytochrome P450, and includes processes like methylation, sulfation, conjugation, and more. These processes require many cofactors such as B vitamins and amino acids, and I discuss these all in detail. There are also many genetic mutations that can affect liver and detoxification, so I discuss these as well, along with the common and popular liver supplements and what their mechanisms are. Reduce the risk of sarcopenia with resistance training, 30 – 60 min 3 – 4 times per week. Running at 60 – 70% of your max heartrate boosts your endurance. HIIT or super maximal interval training 2 – 3 times per week helps your cardiovascular system. 07:10 Preloading with salt and fluids is 10 to 20 times better than other supplements. Dosing salt correctly, allows you to exercise up to 20 minutes longer. Beta alanine allow you to vigorously exercise 1 to 2 minutes longer. 07:40 The main benefit from preloading with salt and fluids is from the boost in blood volume prior to vigorous exercise. You have an 8 to 10% drop in blood volume within 5 minutes of vigorous exercise. The biggest adaptation during vigorous endurance exercise is the attempt to increase baseline blood volume. 08:54 Elite athletes have a 40% increase in blood volume over typical males and females. High doses of salt and fluids should be reserved for just prior to competition. 10:32 Dehydration acclimation, inducing mild amounts of dehydration multiple times, can help build blood volume. 12:05 Before a typical workout, you can ingest 1,000 mg of sodium and 10 to 16 ounces of fluid. High levels used for competition would be 3,000 to 4,300 mg of sodium and about 26 ounces to 33.8 ounces of fluid. This matches to saltiness of your blood. 13:40 Increased blood volume increases cardiac output, decreases oxygen demand on the heart and gives you a larger volume to dissipate heat. We lose blood volume to sweat. You can better pull waste from your cells and better deliver nutrients. 15:30 Sauna therapy is similar in metabolic adaptations to dehydration therapy. When you become heat activated, your baseline core body temperature becomes lower. You have a larger pool to soak up heat. You can train and perform longer before the enzymes that produce ATP start shutting down. 16:05 When you are heat activated, your sweat becomes more dilute. You lose fewer electrolytes. The diluted sweat evaporates faster, so your cool faster. 16:34 To become heat activated, you need to do a sauna session every day for 2 weeks or so, raising your core body temperature to 101.3 and maintain it for 20 to 30 minutes. You can go as few as 4 days per week, but it will take you longer to achieve being heat activated. The benefits of doing this will last as long as 2 weeks, as long as you maintain a good exercise program. 18:57 Endurance exercisers with large blood volumes typically have good blood pressure. As long as your arteries vasodilate well, and you do not have increased vasoconstriction with increased blood volume, you should not see an increase in blood pressure. 20:07 Body temperature is highly influenced by circadian biology. Post exercise sauna for 13 sessions, improves performance by about 10%. 23:28 Postpone your cold plunge for 2 to 4 hours after exercise, if your goal is hypertrophy. Sooner than that inhibits some of your muscle size and strength gains from exercise. Elite athletes plunge directly after exercise to limit inflammation and accelerate recovery. 26:55 Exercise timing is individual and depends upon whether you are a morning person or a night owl. About 8 hours after you wake up is typically when you perform at your best. Your cognition is shot for a few hours after vigorous exercise. Taurine is an amino acid that helps with blood pressure, blood flow, antioxidant status in the central nervous system. 33:45 Red meat is more nutrient dense than chicken. Pork is 10 times higher in thiamine (vitamin B1). Consume liver (for vitamin A and copper) and heart (for coQ10) on a fairly consistent basis. Many of us are deficient in vitamin A and copper and anemia is driven by this. 35:10 Creatine improves cognition. 50% of methylation is for the creation of creatine in your body. Supplementing frees up that effort for you body. 36:35 Supplementing 3 to 5 grams of creatine per day brings most benefits. Eating red meat may not get you to that level. 37:20 The more hydrated your muscle is, the better blood flow, oxygen delivery and pump you get. Your muscle is about 75% water. LPa is a functional marker of oxidation, with elevated LDL. 55:05 Salt intake recommendations are based upon expert opinion, not clinical evidence, or meta-analysis. Lowering salt intake barely lowers blood pressure. Some may have an increase in blood pressure with the decrease of salt intake. Decreases in blood pressure from reducing salt is from depleting blood volume. Stress hormones increase. 56:00 When you go below 3000 mg of sodium, all the stress hormones increase. Insulin resistance increases as well. 3000 to 5000 mg of sodium is associated with the least amount of rise in stress hormones and the lowest amount of risk of cardiovascular disease.

Erin Asks: Normally I like to run in the late mornings, at least after I have had breakfast on board for a while. Doing so I trained for two marathons and my weight stayed where it had been for the past 5 years. Right now, my job requires me to do my training runs at 5:30 in the morning and I am on my feet all day at work. I'm not able to get in good workouts at 7pm when I'm done working. I try to eat a little bit of carbs (50-100 calories of easily digestible food) before/during my morning run. In the past 10 weeks, I have gained 10 pounds since I started running before work. I am eating about 2000 calories per day and running about 40-45 miles per week. I eat all organic foods, dairy free, rarely eat wheat/grains, and occasionally have two glasses of wine about 3 nights per week. After my run I have a green smoothie with kale/spinach/banana/almond butter/ almond milk and rice protein powder. Why am I gaining weight? What can I do to lose the weight? I am doing the things you have mentioned in previous podcasts to reduce cortisol but still the numbers on the scale still climb. I'd rather not run 26.2 miles at a heavier weight. Should I be taking in more calories? Less? --------------------------------------------- Lisa asks: I have a question about weight gain during marathon training. I'm a 28 year-old female training for my fourth marathon in June. I run anywhere from 50-70 miles/wk at the height of my training and I eat very clean (Paleo with an occasional cheat). I also lift weights 2-3 times per week. I'm 5'6" and around 130 lbs. Whenever I train more intensely for marathons I end up gaining about 10 lbs (i.e., I used to be around 120 lbs). I don't think this is all muscle and I don't think it is due to overeating since I track my food quite assiduously and usually end up about 700 calories in the hole every day. (I eat between 1300-1500 calories, but am burning around 800 calories/day with my average of 9 mile runs each day.) I've become concerned about this weight gain and was tested for hypothyroidism (which was negative). When I mention my weight to physicians, they seem dismissive since I'm not overweight. Is there any way to explain this weight gain despite these steep calorie deficits? Should I be more insistent on getting this checked out? I ate a low-carb and high-fat diet for about a month in December when work prevented me from training at all, and I ended up losing 10 lbs in a month, then regaining it almost immediately once I resumed my training. I've been able to make massive time improvements despite this weight gain, but it leaves me feeling bloated and large in my "normal" clothes. I've heard of several others (mostly women) gaining weight during marathon training and I'm wondering what the explanation for this could be, especially when the person is OCD about calorie intake (as I have been). I like beating people :D Mind you it's the scale division at local affiliates so I'm no pro. It's just for fun. I like to keep it mostly paleo (except for whey). So sweet potatoes, apples and raw honey all smashed and cooked together with some whey is what I reach for before and during a competition. I also use creatine and b-alanine. But I don't think whole foods will be absorbed fast enough for the WOD. Especially if you are required to so several WOD's back to back. These workouts are short and intense, 10-12 min tops, you go “balls out”. I tried the GU gel during the crossfit open and I did not see any significant differences in my performance. I was wondering if you could put your kick butt brains together and give me some suggestions. In particular would you say the new generation Ucan resistant starch would be a good idea during competition ( or even during training). Here is the link for the different workouts if that helps.
